Now let's get into it.
Before we dive into the episode, need to talk about one thing that's all on our minds, which is shoes, right?
The shoes that you pick for ultramarathons are super important.
And I've ran in nearly every brand that produces a shoe for trail running out there.
And let me tell you this, I've recently tried a type of shoe that is the best shoe for ultramarathons that I've ever worn, specifically because this company designs shoes for ultramarathons.
While most companies designed shoes for shorter races or distances that don't cover up to that 100 mile or 200 mile distance that can really, really be comfortable, resilient, durable, and one that fits the needs of ultramarathons.
And this company is Mount to Coast.
Mount to Coast
Mount to Coast makes shoes specifically for ultrarunners on road, trail, or even hybrid shoes that work good on the road and the trail at the same time.
My favorite shoe of all time is the Mount to Coast H1, which is absolutely amazing on trails that are runnable for very long distances, and you can even run with it on the road too.
And it has some of the best foam and the most comfortable foam that I've ever ran into.
I also love their T1s on the trail, which are great for technical trails, rocky trails, trails where you need that extra grip.
And the best part is it has this lacing system where you can actually let the shoe breathe a little bit in case you get swelling later into an ultramarathon with the feet, which almost every ultramarathon will get in the long enough distances as well.
And don't forget their R1, their road shoe, which is absolutely responsive, comfortable, and good for speed workouts and also easy road cruising miles.
So and the best part is these shoes are made to last.
Last year, Jamil Curry at his Chipotle challenge ran 600 miles in one pair of Mount to Coast h ones, and it kept him cruising for the win to win free burritos for a year.
And I know Kevin Goldberg ran over 200 miles in one shot with one pair at Mammoth two hundred, so these shoes are built to last, and no one likes having throwaway shoes early.
If you want to give Mount to Coast a try, you can get 10% off your order by going to the link in the show notes and using code EVERYDAYULTRA for 10% off your order.

That's 10% off your order with code EVERYDAYULTRA when you go to link in the show notes for Mount to Coast.
Give them a try.
They're the best shoes that I have ever worn in my ultrarunner career, and I will be wearing them exclusively at all my races this year.
So I'm excited to dive into that.
So without further ado, let's get in the episode and enjoy those Mount to Coast shoes.
好的。
Alright.
We are here for episode 400 of EVERYDAY Ultra.
Excited to have you all on here too.
And as every single episode you listen to, what's up everybody?
Welcome to another episode of the EVERYDAY Ultra podcast.
I'm your host, Joe Corcione, and this is episode 400.
We got 40 people here live watching this episode.
And, hey, you know, you guys listen to the podcast, which, first of all, thank you so much for that.
But secondly, I want you guys to be a part of this episode.
So if you guys have any questions throughout, please, please, please feel free to ask.
I want to make this interactive.
I want to make this fun.
I want to make this, you know, experience where you guys get to be a part of this episode and not just listen to it.
This is the first time we've ever done a live public podcast.
So we're making history here too.
And when we get to episode 1,000, they're gonna remember this episode.
It's gonna be incredible.
So super, super excited too.
And, again, you know, before we kick this episode off, I need to say thank you to every single person on here for helping Everyday Ultra get to episode 400.
I remember, you know, the first time that I ever started this show, I never ever even thought I would get to episode 400.
I never thought that we would have so many people listening in.
I never thought that we'd be one of the top podcasts in the ultrarunner space, but it is because of all of you that not only this podcast has grown, but it is so cool to see when people listen to the podcast and implement the lessons that you learn from this into your training, into your racing.
It is the coolest thing in the world to see someone reach out, post on Instagram, and be like, finished my first 50 k, my first 50 miler.
I PR'd my 100 mile time due to the tips learned on Everyday Ultra, and that is something that keeps me going every single day and someone that makes me so happy because our mission here at Everyday Ultra is to help every single one of y'all be better ultrarunners.
And it's so cool to see you guys not only listening to this podcast, but applying the lessons in there.
Because a wise man once told me that knowledge is actually not power.
Applied knowledge is power.
Right?
You can listen to all the podcasts.
You can read all the books.
You can listen to me yap on a five hour Western States recap podcast all you want, but that knowledge is not gonna be any use if you don't actually take action on it.
But you guys are all action takers.
Right?
You listen to the lessons, you go out and you implement it in your training, you go out in your races, and in the middle of an aid station, you hear me in the back of your head being like, let's get efficient and get out of this aid station.
Right?
It's so cool to see you live in the lessons out there.
So because of you guys, that's why we are here at episode 400, and I have the biggest gratitude in the world to every single person here.
So thank you so much.
Much love to every single person on here.
And today, just as all the episodes leading up to this one, we're gonna learn a lot today.
We're gonna learn a lot.
And this whole conversation today is about how to go from surviving your first ultramarathon to absolutely nailing it.
And some of the things that we're gonna go out and talk about today, we're gonna talk about the five training things that you need to master, that you need to implement in your training, and we're not only going to talk about those five things.
We're going to talk about exactly how to nail those things.
Right?
I don't want to just give you the what, I want to give you the how.
Right?
So you can walk away from this episode knowing exactly what you need to do to run your best ultramarathon next.
We're going to talk about the essential mindset and mental strategies that you also need to develop not only a great training plan, but when it comes to running ultramarathons, as we know, it's not just what we do in training, it's how we manage the big organ between our ears, our brain, right?
And we're going to talk about the mindset and the strategies from the mental side to help you also not only train better, not only race better, but achieve any ultramarathon goal that you want.
And then you're gonna walk away with the playbook to have the best training block and race of your ultrarareer yet.
We're also gonna leave time for an open q and a.
So this is your chance to ask me questions.
I normally have an open q and a only for our current EVERYDAYULTRA racing team athletes, but I'm opening it up to everybody here too.
So I wanna answer your questions online.
And then at the end, which by the way, to be eligible for these giveaways, you have to stay on to the end cause I'm only pulling from the people in there too.
So at the end, we're gonna give out two free race entries to Desert Peak Ultra.
We're gonna give one free month of one on one coaching with our team here at EVERYDAYULTRA, and we're gonna give one free month of group coaching as well too.
So are we all stoked?
Are we ready for this?
Let's see some some, like, love in the chat.
Let's see some yeses.
Let's see some I got emojis flying all over the place.
走起!
Let's go.
Who's hyped?
I'm freaking hyped.
走起!
Let's go.
I oh my god.
There's, emojis flying.
This is crazy.
Like, this is going nuts on my screen.
We got let's go.
Hell, yeah.
Let's do this.
I'm hopped up on so much caffeine right now, so this is just gonna be absolutely amazing.
好了。
Alright.
Love these emojis.
Let's freaking go, people.
Let's go.
好了。
Alright.
Whoo.
I'm already sweating.
I'm already sweating, and we're only, like, five minutes into this thing.
That's a good sign.
I'm just gonna be just topically cooled at the end of this.
好了。
Alright.
So why did I pick this topic for episode 400?
Right?
How to go from surviving your first ultra because to absolutely nailing it?
The reason why I picked this topic is because this is the ethos of why I started at Everyday Ultra in the first place.
Right?
So let's take me back.
Let's take all y'all back and myself included to August 2018.
And this is the time where I ran my very first 50 k.
It was a 50 k race.
Actually, it was a Spartan race, coincidentally, in Hawaii, and it had about, like, 14,000 feet of climbing.
For 50 k, that's pretty gnarly.
Right?
As you can see, I had no idea what was hard, what wasn't hard, what was a good 50 k, what was not.
I was just like, 50 k?
Hawaii?
Yeah.
Hell, yeah.
Let's go do it.
And I went and I trained for it, you know, but I won it.
Like, I didn't follow a plan.
I just, like, tried to run as much as I could.
I was, like, getting injured.
I was hurt.
Like, it was it was a mess of a process, but I made it to the start line.
Right?
I made it to that start line.
And, boy, let me tell you this.
I was fighting cutoffs.
When I came to the halfway mark, I made the cutoff by about ten minutes.
Ten minutes at the halfway mark.
And it took me I think it took me, like, twelve or thirteen hours to do this 50 k, and I was broken, destroyed.
I had blisters.
I was so sore.
I walked a lot of the race, like, in places where I knew I shouldn't have been walking.
I was destroyed.
My stomach was jacked up.
I had I figured out what chafing was for the first time in my life, and let me tell you, that is a very painful discovery to have.
And it was just a bloodbath out there.
It was an absolute bloodbath.
And so I survived my first ultra.
Did I nail it?
没有。
No.
Absolutely not.
I did not nail it.
I finished it, but I did not nail it.
And I remember being in that position where I was like, man, like, does it really have to be like this?
Right?
Of course, ultrarunning is hard.
Of course, it's tough, but, like, man, I would see people who, of course, went through the ringer and, of course, went through low moments in the race, but they finished the race in a strong way.
Like, they finished without chafing.
They finished without blisters.
They finished much faster than I was.
And I was like, there's there must be something I'm missing here.
It turns out there's a lot that I was missing.
And so what I really wanted to do was the thing that every single one of y'all also want to do is be a better ultrarunner.
So with anything in life, right, I talk about my sobriety journey a lot.
When I was on the path to being sober, the thing that helped me a ton was learning what people did to get sober and implement those things in my life so it helped me to get sober.
I would read books of people who went through their own journey of recovery.
I read tactics.
I study how the brain works.
I studied psychology.
All these things to the point where I was actually able to implement something to get me sober.
And so that is just not a formula only to get sober.
That's a formula to do anything that you want in your life.
It all like, I would say this.
Where you are now versus where you wanna go, the only thing that's in between that is a set of skills.
That's it.
Right?
For you running your first ultramarathon, you PR ing your next ultramarathon, you making a much stronger finish at your next ultramarathon is just a matter of skills.
And all you need to do is learn those skills and how to get those skills.
And once you learn how to do it, you practice, you apply, you do the work, and ultimately you do get there.
Right?
And so, one of the best ways to learn those skills is from people who are doing the thing that you want to do, right?
So, again, when I was getting sober, I wanted to find people who did get sober and learn from them and then stayed sober.
Right?
So if I wanted to be a better ultrarunner, I had to interview people who were running ultramarathons strong.
But I thought about this.
I was like, man, I don't just wanna interview, like, people and everything.
Like, I wanna interview some of the best, like, runners on the planet.
Right?
I wanna know what the best of the best are doing just because I think it'd be cool to know that experience.
But how are they how are they gonna talk to little old me?
Little old me just hobbled into a, you know, just by the cutoff 50 k.
Right?
Like, who's gonna talk to me?
And I was like, you know what?
If I start a podcast, I think maybe I'll have a little bit more, like, credibility.
Like, maybe I'll get people, you know, to be like, oh, like, it'll take them a little bit more seriously.
Like, so I'm I'm gonna start this podcast.
And, hey, along the way, if oh, I'm sure other people wanna learn how to be better ultramarathoners too.
We're gonna take them along for the journey with us and take them with us.
And I was like, okay.
Let's give it a try.
So I started the Everyday Ultra podcast, and we went a lot of months, a lot of months with not a lot of listeners, one listener, two listener, three listeners, four listeners.
But over time, something happened, right?
The numbers started to grow, the audience started to listen more.
And we started to chat with really, really amazing guests.
And along that way, not only were we able to become the best ultramarathon podcast in the podcast charts, but we got to chat with amazing athletes, Western States champions, world record holders, well known figures like Andy Glaze, Sally McRae, and so many others.
And I learned so much along the way.
But not only that, all of you were learning along the way too until we grew into one of the biggest ultrarunning podcasts in the world.
Right?
And along the way, I was able to run over 30 ultramarathons, went from no running background to being almost cut off in a 50 k to placing top 10 at one of the most competitive a 100 milers in The US, hit new PRs, and everything is such too.
But the coolest thing too is that all of you guys have done the same thing.
Right?
All of you guys have gone out and done big things as well.
I see you on Instagram saying, I just ran my first ultramarathon.
I see people in this chat being like, I'm going for my first 100 miler.
I'm going for my first 200.
I'm training for this and it's so freaking awesome.
And what I realized along the way is that we are building this movement that is making better ultrarunners as well too.
And also from a place of gratitude here at EVERYDAYULTRA, we started a coaching organization where we've coached over 500 athletes to hit new PRs, run their first ultramarathon, become the ultrarunners that they wanna become, and we are just taking this movement even deeper here too.
And so, why the heck did I say all that?
Right?
Why did I say all that?
I didn't say all that just to be like, hey, oh, look look at us.
I said that because today, this episode here, episode 400 is a culmination of everything that I've learned.
This is like, if I were to distill the most important things that I've learned on my journey, it is what we're covering today and so, everything we've taught, everything that we share of what it takes to truly be the best ultrarunner you can be, we are covering here today.
So I'm so so freaking excited for that.
So get to your notes ready.
If you don't wanna take notes, this will be released in the podcast if you wanna take notes later.
But I promise you, I promise every single person on there, all 45 of you people and everybody listening on the recording.
没错。
Right.
If you implement the things that we are going to teach today, I guarantee you, you will run a better ultramarathon.
Guarantee it.
Guarantee it.
So, let's dive into it.
So, we're gonna break this down into two different pieces.
We're gonna break this down into the physical application first and then the mental side, right?
Because we wanna give you the playbook.
Right?
We wanna give you the playbook and we wanna do this.
So, let's just dive into it.
So, when I think about all the things that has helped me to become a better ultra, when I think about our ultrarunner, when I think about all the things that we do to help the athletes that we work with in our coaching program to be better ultrarunners, when I think about when I hop on this microphone to add value to you guys, what are the most important things that will help you to be better ultrarunners?
It really boils down to five major areas.
Five major areas.
Right?
Of course, there's a billion different things that you can and should be doing to be a better ultrarunner, but it really goes into five separate buckets.
And once you nail these five separate buckets, you're able to run the best ultramarathon that you can run out there too.
Because when people survive their ultramarathon, just like I did in Hawaii in my very first ultramarathon, usually, most of these areas are things that need to be worked on.
Right?
A lot of people either focus on one thing.
They're not even aware of the other things.
They're not even, you know, doing these things or anything.
Right?
It could be an education gap.
It could be focusing on one area over another.
But in the reality is you gotta get as strong as possible in these five different areas, and it will help you to be a better ultrarunner.
I see Dominic in the chat says bucket six.
Listen to Everyday Ultra.
My man, Dominic.
没错。
Yes.
Says bucket six.
Right?
But we're not gonna be self promoting here, but I'm just saying.
You listen to this podcast.
I also guarantee you'll be a better ultrarunner, but I digress.
Anyways, these five things, though, you need to lock in on these things.
And once you do, you'll be an insanely great ultrarunner.
Right?
Which, by the way, let me just preface this.
When I say great ultrarunner, right, I'm not just talking about podium finish it or at the top.
Greatness means whatever that means to you, and greatness is defined by being the best that you can be.
So the thing that I wanna preface on here all the time is that this isn't just for people who want to go out and run, like, you know, fast times or whatever that might be.
Right?
The being the best, being the greatest, being great, all has to do with are you being better than yourself?
Are you being the best version of yourself?
Because even when you're lining up on the start line and you're competing, quote, unquote, against other people out there, the real race, the most important race is the one against yourself.
So when you define greatness, define greatness of the version of yourself versus the prior versions of yourself.
And what you're trying to do is be the greatest version of yourself.
And it does not matter if you're the last person across that finish line.
It doesn't matter if you're the first person.
It doesn't matter if you're in the middle.
It does not matter.
What matters is, are you the best version of yourself?
And that's when I say being a great ultrarunner.
That's what it means.
Okay?
I'm not talking about, you know, winning a freaking, you know, award or anything as such too.
I'm talking about being the best ultrarunner that you can possibly be.
Alright.
So what does it take to get to that level of greatness?
Let's start with this first pillar.
Right?
We're gonna start with the first pillar on here.
And I would say that these are ranked in important except for the last one.
And I'll explain why because it just the way the podcast flows.
But the first one, the first pillar is durability.
Durability is the first pillar.
Now what is durability?
Durability is essentially how long your muscles can hold up in an ultramarathon before breaking down.
So the more durable you are, the longer you're able to go into an ultramarathon with your legs feeling strong and not giving out.
Right?
So durability is that first pillar.
Now why does durability matter?
Well, durability matters, plain and simple, because you're gonna be running a freaking lot in these ultramarathons.
You're running a long time.
And so you need your legs to keep you stable for these long periods of time in these ultramarathons.
And what's really interesting too, when you look at a lot of athletes who come from really, really fast road backgrounds or a lot of road running or anything as such too, you know, they they got these crazy engines, these crazy speeds, but sometimes they tend to struggle in ultramarathons because of that durability piece.
Right?
It's not about ultramarathons are not about how fast you are.
They're not about, like, your sheer speed because you can be the quote, unquote, fastest person to run a five k, but that doesn't mean you're gonna win a 100 miler because of this durability piece.
Right?
This durability piece is the biggest aspect, and I believe it's the most important aspect when it comes to ultramarathons because if your legs die out, it will never ever materialize your true fitness and true potential out there.
So your most important thing is durability, and that's the thing to lock in on.
So how do you tell if durability is something that you need to work on?
Well, I will tell you this easy answer right off the bat is this, is that if you are going for the longest distance that you have ever trained for, durability has to be a key focus.
It should be a key focus no matter what race that you do, but you we'll talk about at the end how some of these areas you wanna focus on more than others.
If you're going for the longest race than you've ever done, durability is always going to be one is going to be the biggest focus out there because your body has never gone that far and you need to get it stronger to handle these longer distances.
But let's just say maybe you run you're running the same distance over again.

You don't know if durability is the thing that you need to work on, and I'll tell a story based on my journey here too.
So a lot of y'all know I am obsessed with the javelina hundred.
I love the javelina hundred.
I've done that thing three times and ran on that course probably more times than I'd like to admit.
But the first year, when I went to go run that race, I had a pretty good race.
I finished top 10, was super excited, had, like, shaved off my 100 mile time by about, like, I think, eight hours.
And so was really, really stoked on it.
But let me tell you this, my friends.
Those last 60 miles were so painful.
My legs felt like they were going to explode for 60 miles.
It really hurt really, really bad.
And so when I went back next year to Javelina, my goal was like, I don't want my legs to hurt that bad.
So I was like, okay.
We're going to train, and we're gonna make sure that those my legs do not hurt like that, so I don't feel like my legs are just going to implode in the middle of the race.
Right?
Because let's just be frank here.
It is way easier to run stronger on legs that don't hurt versus legs that hurt.
Now caveat here.
If you're running a 100 miles, your legs are gonna hurt.
There's there's never a 100.
By the way, let me let me just dispel this notion, right?
So, I had an athlete come to me once and I've learned this because I've ran many 100 milers, many ultramarathon They come to me and they go, I remember this.
Like, was I met them at an event.
Go like, at one point, does it not hurt in these races?
Like like, at one part of your career when you're training, does it not hurt?
And I looked at him.
I put my arm in his shoulder, and I was like, brother, it always hurts.
So it really does.
So just know that it always hurts.
But, I mean, there's a difference between having your legs feeling dead for 60 miles versus 30 miles, right, which is totally possible.
So anyways, back to the story.
I go back to my second year at Javelina and the same thing happens again.
Around mile 40, my legs start to feel painful and I go through another 60 miles of absolute pain and misery and I actually do worse this year than I did the year prior.
Now I'm feeling discouraged.
I'm like, what is going on?
Like, I literally train my heart out for this thing.
Like, this is my second time doing this.
Why do my legs get worse?
And that's when I started to do a lot of research.
I started to learn a lot more about physiology, and I realized that I wasn't training for durability.
I was training for another pillar in this list that we're going to talk about next but I wasn't focusing anything on durability.
So, I focused a ton on durability and I was able to come back to javelina 100 for the third time with hotter temperature and run about an hour PR at fifteen hours and twenty eight minutes, and my legs only got sore at about mile 85 to 90.
That is the power of durability, my friends.
That's the power right there.
So durability really matters because you're going to be able to run stronger because for me, I've I was able to nearly negative split that race because my legs had juice in the tank and I can give it a little bit more push.
So, durability matters.
Now, how do you train for durability?
How do you train for durability?
This is the how.
Right?
So, I give you the what.
This is the how.
This is how you're going train for durability which by the way, to go on that last point just to close that in the loop.
If you're in a race and you feel like the biggest limiter for you out there is your legs, Right?
It like I always say, ask athletes when we're debriefing a race.
If you were to have a magic fairy come down from the sky and just be like, what is one thing that I can help you that's gonna make you move faster?
If your answer is my legs not feeling as bad, poof, you are in a good spot.
Right?
So legs feeling really bad, feeling sore, not feeling good, that's the durability limiting thing.
That means you are durability limited.
Right?
So durability limited.
So how do you train for durability?
So from the first standpoint, the first standpoint on this is that you have to make sure that you have enough lead time to get the minimum amount of volume required for your ultramarathon.
It is actually really shocking to me because sometimes people will come to me and they're like, hey.
I ran my first 100 miler.
Like, my legs hurt like crazy.
How do you build durability?
And I'm like, well, what was your volume?
And they give me their volume, and I'm like, woah.
That's not even, like, the minimum amount I put someone to do a 100 miler.
So first of all, you just gotta make sure that you're doing enough volume.
Now for 100 mile races and or just for ultramarathons in general and what our philosophy here at Everyday Ultra Coaching is, we like to do a lot of a lot of, like, time on feet.
So with that, like, it's not necessarily a matter of miles or anything of such too.
We go by time on feet.
And so when we think about the minimum amount needed to train for these ultramarathons from a volume perspective.
Right?
And this is called the minimum maximum principle.
You may have heard me talk about this before.
And this is the same principle used by the USGA ultrarunning certification and Jason Koop.
So one of the godfathers of ultramarathon coaching and the gold standard for ultramarathon coaches in the industry.
For a 50 k and a 50 miler, the minimum amount of volume you need to be minimally prepared for the race is going to be at least six hours of running for your peak three weeks of running before the taper.
So that's your three peak weeks before the taper.
You need to have at least six hours of running for a 50 k or a 50 miler to be minimally prepared.
For a 100 mile and a 100 k, which are looped into 100 mile and a 100 k, you need at least nine hours of running for your peak six weeks of training before the taper.
So nine hours of running for your peak, six weeks before the taper.
Now disclaimer, they do loop 50 miler and 50 k in one.
They they loop a 100 k and a 100 mile into one, and I do think those are pretty big differences.
So to be a little bit on the safer side, the Joe version of this is if you're doing a 50 miler, I'd like to see people a little closer to the seven to eight hours.
And if you're a 100 miler, I like to see people a little bit closer to the ten to eleven hours.
Right?
Because it's just a little bit farther of a distance.
I think if you train the same amount for a 100 k versus a 100 miler, I don't think that's that's very smart.
So that's why I like to make that amendment on there.
Now for 200 milers, although the USCA ultrarunning certification doesn't have a standard for 200 milers, based on, you know, my experience of coaching tons of people for 200 milers, racing several 200 milers myself.
I can confidently say that the minimum maximum for a 200 miler will be about twelve hours a week for your peak six weeks of training.
Twelve hours for your peak six weeks of training.
Now what you might notice in these numbers real quick just to make a disclaimer because some people are like, wait.
什么?
What?
That's crazy.
Is if you notice the amount of distance that increases, the rate of how much additional volume slows down.
And that is because it's almost like a curve.
Right?
So the more volume that you add, it's not going to be a proportional amount to the same distance rise as what you're training for.
So, like, for example, if you're going from 50 mile to a 100 miler, you're not gonna do double that.
Right?
And if you're going from a 100 miles to 200, you're not gonna go double that mostly because there is an upper limit for how much volume people can do, not just from a bodily perspective, but from a time perspective.
And so we gotta make that curve in there to make sure it accommodates not only for the recovery aspect, but make sure that people can actually do it in their real life.
Because if you're training eleven hours a week and you go to twenty two hours for a 200 miler, that might not be possible for a lot of people, like, in throughout the weeks.
So you gotta make sure that you minimally can get that much volume.
And so let me just stress this, though.
These are minimums.
These are minimums.
Right?
You wanna be above this to feel very adequately prepared for your ultramarathon.
So in an ideal world, you wanna be above these numbers, but these are the minimum numbers that you wanna build towards.
So the way that you wanna do this is before you even sign up for an ultramarathon, you wanna look at where your volume is currently.
You wanna look at where your race is, and you wanna look at what the ramp would be like to get to those minimum maximums or ideally above that in the time frame that you have.
Right?
In the time frame that you have.
Now what I like to do, and especially with athletes, like, athletes will come to me and they'll be like, do I have time to train for this race?
This is the practice that I do for them.
I open up a spreadsheet.
I put the two dates in, and I go and see where their volume is, and then I make a hypothetical bridge up until that place to see if they can hit those minimum maximum numbers.
If yes, great.
I think you got time.
If not, I'm like, hey.
You're not hitting this minimum number.
I would suggest maybe finding a later race.
And so if you are doing that method, the one thing that I will say, because we hear this rule all the time, is that 10% rule of increasing volume.
While I think that can be a good rule in terms of coming up with a standard training plan, it is inherently flawed when it comes to individualization.
There is no studies.
There is no science.
There is nothing that says that a 10% volume increase is the way to go, is the is the optimal way to go.
Right?
It is just a risk reward management tool done to make standard training plans.
So now for you as an athlete, I think if you're unsure, 10% can be a good place to start, but you have to also see how your body responds to it.
So for example, 10% for one person might be too much, 10% for another person might be too little.
And here's, like, a caveat too with this is that if you have a smaller volume base, you can make bigger increases.
So, like, if you're doing three hours a week, like, you can go to three and a half or maybe four hours a week, which is gonna be a bigger than 10% increase.
And the bigger your number of weekly mileage, the more you wanna be on the lower side of a percentage increase.
Right?
So if you're doing thirteen hours a week, you may go to fourteen hours, which is less than 10%.
Right?
So but that's just because the longer that you get, right, 10% increases are giant jumps.
And then the smaller that you are in their volume base, 10% increase are smaller jumps.
And so you wanna make adequate jumps.
But the biggest thing is, like, if you're unsure is to I would say go around that 10%, see how your body feels.
If it feels too much, you got niggles, aches, pains, pare it down a little bit.
If you feel like it is too easy and ridiculously easy, then you can bump it up a little bit more.
Right?
So you go through that process to try and find that thing too.
But if you don't know and you're unsure and you're like, I don't know, then you can try that 10% increase, 10 to 15% increase when you're just doing that ramp up to see if you can hit those minimum maximums.
Right?
So that's the first thing.
It's just make sure that you got a minimum amount of volume.
Again, I'm very surprised by how many people show up to ultramarathons, and I'm like, what was your peak week like for a 100 miles?
And they're like, oh, my peak week was about, like, seven hours long, and I'm like, oh, god.
I was like, godspeed to you, my friend.
So just make sure you got that minimum amount of training.
But, again, those are minimums, and you wanna go higher than that.
Now what are some other things that you need to do from a durability perspective?
Like, again, we have the minimum amount.
The second thing is going to be really emphasizing your long runs.
Not saying that, like, your long runs are the most important thing, but you wanna make sure that you're getting adequate long runs because those long runs do help with durability as well.
So you do wanna make sure that you're getting in long runs because where I see sometimes people get a little awry with their training is like, let's just say they're doing seven, eight hours a week, or let's just go seven hours just to make it easy.
They're doing, like, an hour of running a day.
And while that's okay because it's a weekly volume perspective, you do need to build durability on single single long runs as well too.
So having long runs is important in your block.
And then later in the block, doing back to back long runs are also very important as well.
Key thing with long runs here though is I advise unless you have experienced doing the time of long runs that you're doing in the past, increase them by only about twenty to thirty minutes.
Twenty to thirty minutes.
And the reason why you wanna be, like, a little bit conservative on that is because there is there was a new study that came out, I believe, last year.
And what it showed was that even if you have a weekly volume that is a safe volume increase, you can still get injured if you increase your long run by too much.
So you also wanna manage the amount of time you're increasing on your long runs.
Now that said, like, you know, if you've done long runs in the past that are that long, you've jumped at like, that's fine.
You can do a little bit more aggressive.
But if you're going to uncharted territory, only increase it by about twenty to thirty minutes.
If you're going by miles, like two to three miles.
Right?
So all that being said, you wanna make sure you're getting in those long runs in there because that helps with durability.
And I suggest closer to a block back to back long runs because those really help with durability because you're working on running on those tired legs on those second days.
So that's one way with the durability.
Now the other part of durability, which is super important is getting higher volume.
So let's go back to Joe in 2020.
What year is that?
2024.
When I got that whole notion of I need to focus on durability here.
So when I looked at my training for the prior javelinas that I did in the past, right, I was peaking at about thirteen hours of volume.
I was peaking at about thirteen hours of volume, and my longest run-in terms of miles at the time was about 28 miles.
And I looked back and I said, okay.
Well, how much higher can I go without ultimately sacrificing my sleep stress, which I'll talk about in a second?
How much higher can I push this volume so I can get more overall volume and build the durability?
And I saw that I can build up to sixteen, seventeen hours a week.
And I was like, alright.
Well, we're gonna go for that.
So I built up to sixteen and seventeen hours a week.
That's a pretty sizable volume increase over several weeks versus my prior one.
And that helped me to develop much stronger legs.
So it was just a matter of literally increasing my overall volume that got me to the ability to run stronger and build better durability to run my PR at javelina hundred.
So for you, if you let's just say you're doing a 50 miler and you're doing the same 50 miler next year and your durability limited, look at your current volume of what you did in the block in the prior and try to ask yourself, how can I get in more volume during this block?
And it doesn't necessarily have to be more volume because let's just say you're capped out at nine hours a week.
If you do longer long runs within that nine hours, that will also build durability.
Right?
Because I always say this, if you are doing a seven hour training week and you do one five hour run and the rest of the volume is peanut butter, that's gonna be a harder week on the body than if you're doing one or seven one hour runs.
Because for every additional hour in those long runs, that becomes harder on your body.
Does that make sense?
So, ultimately, this is what you wanna do to focus on that durability aspect.
Right?
Increase your overall volume.
Now the question that I get all the time is like, well, how much should I increase my volume to?
So two different factors on here.
First factor is you need to increase your volume to the level of what you can safely handle.
So if you're like, well, I can handle eighteen hours from a scheduling perspective.
Don't just go from nine to eighteen hours because you're gonna end up in the PT office.
We don't want Right?
So, like, do that exercise that I mentioned before where you map out your volume and see how much you can go up to, and then that can be your peak.
But then there's a second ceiling that you also need to be aware of.
It is how much volume can you build with the time that you have without sacrificing sleep, stress, or recovery.
So once you start sacrificing sleep consistently, that's where I cap athletes off.
Because there's a conundrum when it comes to increasing volume is the more volume that you do, the more you have to recover.
And for many of us, we can't add more hours of sleep on the day.
So what you have to do is just manage the time that you have.
And if we know that we need more recovery for the more work that we're doing, if we are decreasing the amount of recovery, aka sleep, that's a recipe for disaster.
And what studies show is the more that you decline your amount of average sleep, the more that you increase your risk for injury, and we don't want that.
So that is the biggest thing.
If sleep gets compromised consistently, then you are likely at your cap.
没错。
Yes.
I should say likely.
You are at your cap.
That's one thing.
Two, stress.
Very important.
When I say stress, because sometimes right?
Who has kids here?
Who has kids?
People got kids here?
People have kids?
是的。
Yes.
I hope to have kids.
We're hoping to have kids next year.
Maybe.
Hopefully.
But anyways, all that being said, we got some people.
是的。
Yes.
We got some hands raised.
Amazing.
Awesome.
By the way, if you are an ultrarunning parent, you are a freaking superhero.
You are a superhero.
That is amazing.
Right?
That is so freaking awesome.
Respect to all of y'all.
And if you're not an ultrarunner parent, also respect to you too.
I'm not an ultrarunner parent.
But still, like, if you have kids, you wanna spend time with your kids, you wanna be there for your kids, all those things.
And I know some people get really stressed out sometimes when they're training a lot and they're not spending time with their kids or being there with their families or they're adding to stress on home.
And that mental stress actually bleeds into your performance and actually does hinder gains.
Plus, I believe ultrarunning doesn't like, shouldn't be something that rearranges or totally blows up your life.
I believe your training should mold around your life and not vice versa.
And so if you find that it's like, yeah.
Well, I think from a time perspective, I can train this much, but I don't wanna spend that much time away from my kids, then great.
Like, that that is also a limit that you're gonna have.
And then the last part is recovery.
There's just sometimes an upper limit with certain people where it's like, hey.
When I once I get past this certain point, my body doesn't cooperate.
I get niggles.
I start to get sick.
I start to feel a little weird.
Right?
That is also a signal that you have to think about.
So you want to determine your cap from that level, and that's the highest level that you can build to.
So when people are like, how much volume?
I say, well, you know, how much can you get?
And that is the upper limit that you wanna build to.
So it's a matter of how safe you can ramp up to it and what your limiters are.
Right?
So that's the biggest thing too.
So, anyways, if you do that, you're gonna build the strongest damn legs when it comes to racing your race.
Now just a subpart of durability, and I talk about this a lot in the Western States podcast is it also depends on the terrain.
So you need uphill durability, downhill durability, flat durability.
And so understand what terrain you are training for and make sure you're getting in the ample amounts of climbing, the ample amount of descent, and an ample amount of flat running.
And to do it from a climbing and descending perspective, in your peak four weeks of training, you ideally wanna have your feet per mile on the ascent and the descent be similar to your race.
So for example, when I say that, let's just say you're doing a 100 miler with 10,000 feet of climbing.
You're gonna take the 10,000 feet divided by a 100.
So that's a 100 feet per mile.
Whatever race you're doing, you take the elevation gain and descent, divide it by your mileage.
That gives you your feet per mile of gain or feet per mile loss.
When you're in your last four weeks of training before the taper, you ideally want your weekly mileage to and or and your weekly elevation gain.
If you were to take your weekly elevation gain divided by your mileage, you want your feet per mile to be around that same thing because that's gonna help to adapt your legs to that number and to the to a terrain that you're going on there too.
Also, a really big caveat is if you're doing a hilly course, if you have very long downhills, if you can get on long downhills, do long downhills.
If you have very long uphills, try to find very long uphills.
If you have very long flat sections, try to get in very long flat sections as well too, because that that specific durability is gonna help as well too.
So, anyways, that's the durability playbook.
Now before we go on to the next thing, there's a really important subset of durability too because durability isn't just the ability to outlast in a run.
It is also staying away from injuries so you can stay in the game.
And so one of the big things with durability is obviously recovery.
So you wanna make sure recovery is protected.
My favorite, sleep, eating, hydration.
Make sure those things are dialed in.
That's really all you need.
You don't need super fancy crap.
So sleep, eating, hydration.
But then another piece is strength training.
Strength training is a really, really good way to build durability, and I have molded my philosophy over the years that I think every single ultrarunner should be strength training.
And so when you do strength training, what you're trying to do is you are of your overall muscles to handle more load.
So, like, your muscles right now can maybe handle load of 50 miles a week, but they might not be able to handle 80 miles a week even if you ramp up safely because your muscles don't have the When you strength train, you are increasing the capacity for your muscles to handle the load, and therefore, you prevent injuries.
That's why when you get injured, your physical therapist gives you strength exercises because you're increasing the capacity of that muscle.
So I recommend doing strength training one to two times per week.
If you're doing a 100 miles and above, I suggest two times a week at the least, during your, during your training program because that can help to build the durability in the sense of not being injured.
So that is your durability playbook.
Is this useful?
Is this helpful?
Is this good?
I know there's a lot of information, but that's useful.
Is that good?
Yes?
对。
Yes.
对。
Yes.
对。
Yes.
Awesome.
Awesome.
Thumbs up.
Hell, yeah.
I love these emojis.
They just, fly all over the place.
It's kinda crazy.
It's, like, literally, like, I'm just, like, throwing like, it looks like I'm just, like, throwing thumbs up all along the place.
It's kinda funny.
Anyways, if you do nothing else and you just focus on durability, like, you're you're going to rock your next ultra.
I promise you.
But guess what?
There's four other pillars, and we're gonna go into that.
The four other pillars we're gonna go into it.
By the way, if you have questions, please ask.
Like, this is supposed to be, you know, interactive too.
So feel free to put in the chat, and I will go ahead and answer your question too.
Anyways, let's go to the second pillar.
So the first pillar is durability.
Right?
That first pillar is durability.
The second pillar is kinda what I was talking about before when I was mentioning the, you know, people who come from, a really fast road background, and then they come into trail, and then they get obliterated because what they're really good at is that aerobic engine, which is that second part.
The second part is your aerobic fitness.
So this is essentially how, quote, unquote, fast you are.
Right?
Like, how fast is your sheer pace?
Because that also matters too.
I don't think it's the key determinant of things in ultramarathon, but if you're really durable and this is where you can really, really tell if you're limited in this area because I've had rate like, even when I did javelina on that third year, like, my legs didn't hurt that bad.
The thing that was limiting me was my breathing because I felt like I could not run any faster than I currently was due to my breathing capabilities.
And so that is how you can tell if you are in a place where you are, limited from the, breathe aerobic fitness perspective.
So you just might need to get overall faster.
So your durability might be great, but you wanna just get overall faster and quicker.
And that's where that aerobic fitness comes in.
So the way that you can tell your limit here, again, legs feel good, everything is good, but you just can't simply run the pace that you wanna run at the intensity that you were targeting to run at.
For most people, when they're training for a marathon and they're trying to PR, most of the time, they're trying to focus on this.
Like, this is the limiter for most people doing a marathon because if they're trying to PR a marathon, that means they've ran a marathon before, they likely have the durability, assuming that they've trained enough for it, and they're trying to increase their aerobic fitness so that they can run faster for 26.2 miles.
Now in an ultramarathon, usually, this isn't the most common thing.
But if you're going from a 100 miler to a 50 k or you wanna run a 50 k faster and you've done a lot of 100 milers, this is the lever that you wanna pull.
Right?
So aerobic fitness is the second pillar on here too.
Now how do you train to improve your aerobic fitness?
Now the first one is one where if you're not doing this, and this is like easy low hanging fruit.
And I will tell you, this is a majority of people, including myself when I first got into running, is one of the best ways to improve your overall speed and aerobic fitness is to run make sure your easy runs are actually easy.
Make sure your easy runs are actually easy.
Because when I was a wee young lad Joe and I first got into this place of ultrarunning, I was running my runs like almost every run at like zone three, zone four.
Right?
Like, just hard, not easy.
And the problem when you do that is you're not developing that low aerobic fat burning engine that is going to take you on an easy pace for a long period of time.
And so what happens is your engine burns out really quickly, and you don't actually become efficient at burning fat, and therefore, you bonk really easy, and ultimately, you can't carry on that slow easy for a long period of time, which is incredibly important when it comes to an ultramarathon.
So, like, that's the biggest thing.
Like, if I see someone really struggling to to do that, I always say, well, make sure your easy runs are actually easy.
And here's the thing.
This is tough.
It's hard because it's not really fun to as fun, I should say, to run easy.
I like running easy.
Let me tell you this.
When you do speed sessions, those recovery days are nice.
Like, sometimes I do a speed session.
I destroy myself and then I see recovery run.
I'm like, oh, I can just chill today.
It's gonna be fun.
Like, we're just gonna we're just gonna lollygag through the trails but but ultimately, right?
Like, if we're used to running a little bit faster and we're not actually easy, transitioning from that to, like, true easy running is very hard because it feels like you're running slow.
It feels like you're running a little bit easier because here's the reality.
You are running easy.
That's the point.
And so here's how you can make sure that your runs are truly easy.
This is a bulletproof way.
没错。
Yep.
And I even fact checked this on myself many times.
Like, listen.
I'm a coach.
I've been running for a long time.
I've helped a lot of athletes.
But sometimes, I get really jacked up and excited or, like, I listen to a song and, like, I can feel, like, my body wanna go.
And then I do these these tests to make sure that I'm not doing this.
So the first thing that you have to do is put your ego aside.
That's the first thing you know how to do.
And you know what I blame for this?
我怪Strava。
I blame Strava.
Because you know what sucks when you upload a recovery run into Strava and your pace is much slower than it is?
You're like, oh my gosh.
People are gonna think I'm a slow, like, POS.
First of all, no, they're not.
Second of all, you are intentionally doing it.
So that way, you're gonna be in a position where you are actually getting better.
And thirdly, you are gonna be doing much better than that person that's running every single run at zone four if they're lining up for the same race as you.
So guess what?
You got the upper hand.
Everyone else can just cry about it.
So ultimately, doesn't matter.
So and if you really wanna feel good about yourself too, just put recovery run-in there.
Right?
But let me tell you this.
Don't run a fast run, and don't be huffing and puffing and put recovery run.
I know some of y'all have done that in the past.
And listen, I've done that past my early day too.
So don't do that.
Put your ego aside and focus on the goal at hand.
So that's the first thing.
The second thing, this is more practical, is you wanna use the talk test to truly determine if your runs are easy.
So what I mean by that is you literally just talk.
And again, it sounds simple.
It sounds stupid.
It sounds like what?
That doesn't make sense.
This is the gold standard way in The US gold training certification of how coaches can assess if athletes are running easy or not.
So literally, if I'm ever even unsure if I'm running easy, like, I've gotten to the point where I know my body, but just in case, I will go ahead and run, and I will go out and talk.
And if I can talk in sentences without feeling my conversation is labored, that's good.
If you are out there and you are sounding like this, that is not an easy one, my friends.
You are probably in tempo intensity.
So you gotta cool it down a little bit.
Right?
So cool it down.
So give that a try.
I will tell you this.
If I go to my athletes and I wanna know if they're running easy, you know what I tell them to do?
I go, hey, on your run tomorrow, record a voice note.
Tell me how your day is going and I wanna hear how it's like.
Right?
And so that way I can go ahead and hear if they are running easy or not.
Like that is the gold standard way.
So that is the biggest thing on there too.
Now Nathan is reading my mind here because this is exactly where I'm coming to.
What percentage of the runs every week should be easy?
I probably do about 80 to 90% right now.
That is great.
So here's the thing, though.
I don't wanna say every week that you're doing should be like 80 to 90% because there's gonna be some phases of training where you're gonna be doing more speed work than others, which we're gonna talk about on here too.
But 80 to 90% is a very, very good number to be at.
I usually like to say like 70 to 90% depending on what phase you're in.
Like if you are doing, if you're in a high volume block, it should lean more to the 90%.
If you're in a speed block, it should probably lean more to that 70%.
So most of your runs should be easy.
You should have at maximum, even if we're just looking if you're doing six runs a week or like yeah.
Let's call it six runs a week.
Only two of your days should be potentially hard days if you're doing speed block at maximum.
Right?
One to two.
The rest should be easy.
So a majority of your volume should be easy.
So, yeah, I would say, like, 70 to 90% depending on where you're at in the block.
And that's the other thing too is some people, they're like, I do run my easy runs easy.
I'm like, well, how often you run easy week?
They're like, one time a week?
I'm like, brother.
不对。
No.
Don't do that.
Bad.
So you wanna make sure that a lot of your easy runs are easy.
Dirk
Dirk asked, what if the RPE for our legs is much higher than our breathing?
It's a good question.
So that means, obviously, we're durability limited here, and we wanna increase that.
So if your RPE for your legs are much higher than your breathing, so that's fine.
I would just say continue to run with it.
Because if it is an intentional easy run, I always think back to Tom Evans quote.
So Tom Evans, he is a UTMB, champion, Western States champion, one of the greatest runners of our time.
He said on a podcast, something that always resonated with me, which is he would rather run his easy runs 20% easier than 1% harder.
And the reason for that is if you run them 20% easier, you're you are guaranteed in that aerobic zone and also having your body recover to get ready for the next session.
