How Running on Roads Can Make You Stronger on Trails

A lot of trail and ultra runners think more vert, more technical terrain, and more climbing is always the answer. Not so fast. In this episode, I break down why running on roads, flat ground, and non-technical terrain can actually make you a better trail runner and ultrarunner. From improving running economy, to building durability, to helping you handle runnable sections in races better, this is a huge piece that a lot of runners overlook. If you’ve been wondering how to balance specificity with smart training, this episode is for you. In this episode, we talk about: Why hammering vert too early can actually hurt your training How road running can improve durability, efficiency, and turnover When flat training makes more sense than steep climbing How to know whether your limiter is fitness, durability, or climbing strength When to shift from less specific training to more race-specific vert and technical work If you train for trail and ultra races, this one could completely change how you think about your buildup. I'm your host, Joe Corcione, and thank you so much for listening.

Speaker 0

Now let's get into it.

Speaker 0

What's up, everybody?

Speaker 0

One question I get asked a lot is, what are the supplements that you're taking to help you improve performance and recovery in your ultramarathon training?

Speaker 0

And there's one supplement that I've been taking that I've noticed great results that are also backed by science and research, and that is black currant extract from currants.

Speaker 0

Now black currants is a type of berry, a type of fruit that has a lot of performance and recovery benefits, and currants has a special New Zealand type of black currants that is only proprietary to them that is shown to have great, great performance and recovery benefits.

Speaker 0

And here is just some studies in controlled studies of some evidence that was found with that too.

Speaker 0

Some controlled studies show that athletes who took the extract for a week or more showed better fat oxidation, which pretty much is the ability to burn fat as fuel for longer periods of time during exercise, which means you can handle a lower intensity for longer periods of time without bonking or fizzling out in those events, is very important for ultrarunning.

Speaker 0

Also, there's improved cardiovascular responses, including increased blood flow and greater stroke volume, which means that you can go faster and your heart can handle more oxygen.

Speaker 0

And also from a recovery standpoint, one study showed that after an exercise induced muscle damage was reduced and muscle function recovered much, much quicker than compared to people who took a placebo.

Speaker 0

And for me, my training block that I found during Kodiak that I was able to show up for longer sessions, much more stronger and recovered, I saw that I was able to have recovery paces start to increase a lot more despite doing a lot of high workload.

Speaker 0

And, ultimately, I was able to mentally feel a lot fresher on my workouts as well too.

Speaker 0

And it's not just me using it.

Speaker 0

There are elite athletes who are using this as well too.

Speaker 0

Hillary Allen, one of the most prominent ultrarunners of our time, just was part of a team silver win at the World Mountain Championships, and she's had multiple wins, multiple podiums over her career.

Speaker 0

And this is not just used by elite athletes as well.

Speaker 0

It's also used by the everyday runners as well too.

Speaker 0

So if you are looking for something to improve your performance and recovery from a supplement perspective, I suggest using CurraNZ.

Speaker 0

是的。

Yes.

Speaker 0

I do.

Speaker 0

好的。

Okay.

Speaker 0

Awesome.

Speaker 0

Well, we are recording.

Speaker 0

Alright, everyone.

Speaker 0

So today's topic is gonna be how roads and training on roads can actually benefit you as a trail runner or an ultrarunner.

Speaker 0

Now when I say roads, it doesn't necessarily have to be roads.

Speaker 0

It can be flat ground.

Speaker 0

Doesn't necessarily have to be roads, but something that's, like, not always a technical trail or anything of such too.

Speaker 0

And, you know, while not all ultramarathons are done on trails, there are many of them that are on roads, such as Badwater 135, Keys 100.

Speaker 0

A lot of the fixed time events are on road.

Speaker 0

Most ultramarathons are on trail.

Speaker 0

And even if ultramarathons aren't on trail, sometimes they can be on road, but they can be relatively hilly.

Speaker 0

Right?

Speaker 0

I think about Dabwater 135.

Speaker 0

Babwater is completely on roads, but it has about 15,000 foot of elevation gain.

Speaker 0

So there's still a decent amount of climbing on that.

Speaker 0

So one of the biggest reasons, I mean, we wanna be in a position to talk about this today is because, well, number one, I was at Boston Marathon this past yesterday.

Speaker 0

It seems like this past week.

Speaker 0

Yeah.

Speaker 0

I was at Boston Marathon yesterday, and, you know, it's so such a different universe.

Speaker 0

Right?

Speaker 0

I mean, if you've done road marathons or been around road marathons, it is a completely different than ultramarathons.

Speaker 0

And I was talking with a few, people in the road marathon space, and I'll say this here very jokingly, but there's almost like I I think there's a sector of trail running that almost kinda poo poos road running a little bit.

Speaker 0

Right?

Speaker 0

Like, you know, there's people who say, like, oh, you know, road marathons.

Speaker 0

They don't wanna they don't wanna get dirty.

Speaker 0

Anything is such too.

Speaker 0

But I think that, you know, not only should we embrace running on roads or embrace running on nontechnical stuff just from a standpoint of being kind.

Speaker 0

And, you know, for in running, whether you're trail or road running, we should all, you know, treat each other with respect, and and it's all we're all doing the same things.

Speaker 0

I think from a training standpoint, there is a lot of good benefit on running on road, especially if you're running on a race that has a lot of elevation gain.

Speaker 0

And this is actually something that, I had kind of dove into a little bit more into my training, this, training block.

Speaker 0

And I kinda wanna talk about this for several different reasons because I think, number one, when it comes to trails or, races with elevation gain, we can be really quick to think that all we should do is just hammer vertical gain or hammer technical trails.

Speaker 0

And I'll kinda talk about why that actually isn't always the case of what you have to do and, in fact, can be hurting you in some scenarios.

Speaker 0

Number two, also kinda, like, go into what should you really be focusing on, when you're in a, you know, situation where you're training for a race with technical trail or uphill.

Speaker 0

Like, what do you prioritize?

Speaker 0

When to prioritize getting in that specific work versus being on the roads?

Speaker 0

And number three, I also wanna, like, kinda say this from a standpoint of, you know, some people, here on this call, like, know some people here on this call are training for races in trails or environments that are very different from the unique environment of where they're training at.

Speaker 0

So I know, like, some people, they don't have access to trails for miles and miles and miles or or hours, I should say, driving in the car and or they can't get there due to schedule stuff.

Speaker 0

And I kinda wanna ease, you know, anyone's mind here to think like, oh, if I'm training for a race that's on technical trails, can I not go for it if I live into an area where all I can do is train on roads?

Speaker 0

So there's just many different things that I kinda wanted to go through and, be in a position where, we can kinda go through all that too.

Speaker 0

So, all that being said, let's just dive into this topic right right away.

Speaker 0

So first and foremost, I think let me talk about my training for Western States and kinda, like, where this all this topic kinda came into, abound.

Speaker 0

So, the first, like, super hilly race I guess I guess my first 50 k was really hilly.

Speaker 0

My first 50 k 50 k race that I did was really, really hilly.

Speaker 0

It was about 14,000 feet of climbing for a 50 k, which is absolutely insane and just not a good choice for the first 50 k, but we got it done.

Speaker 0

We were chasing cutoffs, but we ended up getting it done.

Speaker 0

And then after that, I kinda ran a little bit more relatively flatter ultras and races onto there.

Speaker 0

Like, my first 50 miler, I think, had about, I wanna say five to 6,000 feet of climbing, which is not too crazy for a a 50 miler.

Speaker 0

And then after that, my first 100 miler had about 10,000 feet of climbing.

Speaker 0

And so, which I would consider, like, for a 100 mile race.

Speaker 0

Like, a really hilly a 100 mile race probably has about, like, I would say, over 15,000 feet of climbing.

Speaker 0

So 10 is kinda, like, not flat, but, it's also not super hilly.

Speaker 0

It's, like, a little bit more rolly, and that's what I consider my first a 100 miler at Zion one hundred.

Speaker 0

So I didn't have to, like, hammer a lot of vertical gain.

Speaker 0

Now I my first real big mountain race that I had ever trained for was canyons one hundred k.

Speaker 0

And at the time now granted they ended up making up some course changes just based on, like, snow, like, a couple weeks before the race, but the course as advertised from when I signed up for the race, it was a 100 k with about 18,000 feet of climbing.

Speaker 0

That's a lot of climbing for a 100 k.

Speaker 0

Like, I think for a 100 k, if we're kinda using the same scale of where it's at to, like, I think a 100 k with over, like, 10,000 feet of climbing is a very hilly 100 k.

Speaker 0

And so 18,000 feet is a ton.

Speaker 0

And so for me at the time, going into this, and this is when I was a little bit more of a wee young lad and didn't really know much about ultrarunning.

Speaker 0

I was kinda still diving into things.

Speaker 0

But in that race, I absolutely just, you know, when I was leading up to the training for it, just hammered the elevation gain.

Speaker 0

I just hammered the elevation gain.

Speaker 0

I hammered just the uphills.

Speaker 0

I hammered trails as much as I could.

Speaker 0

And lo and behold, when I raced that race, that is actually probably my worst race that I've ever done to date.

Speaker 0

That is probably my worst race.

Speaker 0

And granted, there was a lot of other factors that incorporated into it.

Speaker 0

But as I looked into it, I was very, like, confused from the standpoint.

Speaker 0

I was like, okay.

Speaker 0

Well, if I was training for this race with all these hills, then why did I not perform well?

Speaker 0

Why did I not feel strong in the climbs?

Speaker 0

Why did I not feel strong in the downhills?

Speaker 0

Like, isn't it important to get in all this elevation gain and all this climbing?

Speaker 0

And so then I started to do more research.

Speaker 0

And the more research that I saw, the more research that I read into, I actually, like, did read that, you know, a lot of things did show that steep hiking or steep, trail running can actually limit some of your flat turnover speed that you're gonna get on areas where you need to kinda pick up the pace a little bit more.

Speaker 0

And so doing this, and I'll kinda go through some numbers and some studies and some things on here too, sometimes doing a lot more climbing can take away from your running economy.

Speaker 0

It can take away from some of that, you know, flatter kinda road speed or flatter flat speed that I should say that you need to do on some of the flatter sections or just overall speed in general.

Speaker 0

And so that's why I think taking a hybrid approach is really, really good from that standpoint.

Speaker 0

So what I did going into Western States, basically so Western States one hundred has about 18,000 feet of climbing.

Speaker 0

And so going under the rule of thumb that I like to say for what a race is hilly or not, that is a very hilly race.

Speaker 0

But for me, what I did for the first, like, I wanna say, like, six to nine weeks of training, I barely did, like, any climbing relative to what I should be doing at a peak, which I'll kind of be talking about on here too.

Speaker 0

I was actually doing a lot of roads.

Speaker 0

I was doing track workouts.

Speaker 0

I was doing flat kinda running stuff, and I think that that's a really, really good thing.

Speaker 0

Now I'll kinda go through how you can assess whether this would be good or not because it is different based on different needs.

Speaker 0

But I do genuinely believe that if you are, you know, training for a hilly trail race or a technical trail race, you know, keeping in some sort of roadwork or some sort of track work is really helpful early on into the training program.

Speaker 0

So that's a very, very important distinction, which I'll talk about in you know, later into this episode here.

Speaker 0

But all that being said, you know, don't hammer the vert right off the bat.

Speaker 0

And, like, keeping some of that keeping some of that fighter stuff can really, really help with your overall speed.

Speaker 0

Because if you're in these, you know, longer races or I should say these hillier races, you're gonna be in a different position where, you know, maybe there is some flataway sections where you do need to kinda pick up the pace a little bit more.

Speaker 0

Maybe there's some, like, long runnable downhills that you're going to need to to run over there too.

Speaker 0

Right?

Speaker 0

And so if you can still keep some of that running economy, it can really help with those downhills.

Speaker 0

It can really help with those flatter sessions, and it can really just help with your overall running in and of itself.

Speaker 0

So all that being said, here's kinda like the protocol of what I would suggest too.

Speaker 0

And granted, like, all of you here are one on one athletes, so you work with coaches and stuff too.

Speaker 0

But, again, like, most of the thing that I wanna say here is, like, you know, I I think a lot of this kinda discussion comes around, you know, if you wanna do a race with really big hills or super technical stuff and you can't get out, you know, to those trails, just know that you're not doomed.

Speaker 0

And it's like wanting to inspire people here if they wanna go for hillier races that they can do it too.

Speaker 0

So the first thing is I think it always goes down to when you are training for a race, you always gotta ask what your biggest limiter is.

Speaker 0

And if you've been in the EVERYDAYULTRA community for a while, if you've listened to podcasts, or if you've heard me blab on these group coaching calls, like, you know that I always talk about the biggest limiters.

Speaker 0

Now in this standpoint, I'm gonna talk about two biggest limiters, from the fitness standpoint, which are really important, which is, a lot of y'all know it, durability, which is one of them, which is how, how strong your legs are, in terms of how long they can go before dying down.

Speaker 0

And, usually, the biggest way to see if your durability limit is if you think about what dies out in races first or long runs, it is your legs getting sore.

Speaker 0

Your breathing is fine.

Speaker 0

Your cardiovascular is fine, but your legs tend to get a little bit more fried, and that means your durability limited.

Speaker 0

Now the second thing is going to be your aerobic fitness, and that is your breathing, that is your cardio.

Speaker 0

So if you're in a long run or a race and you find that your breathing is the first thing to limit you, which is seen by two different ways.

Speaker 0

Number one, you find that you start, like, breathing really heavy because, like, your engine can't go further enough.

Speaker 0

Or number two, you can be in a position where you can run long distances and your legs are fine, but if you try to push the pace a little bit faster, your breathing can't keep up or you go into a high or higher RPE, and so you wanna increase your pace at that low intensity RPE, namely two to three RPE.

Speaker 0

Right?

Speaker 0

So that means you're aerobically limited.

Speaker 0

So, if we look at these two different things, right, these two different pieces, it's really good to kinda, like, look at the subcategories beyond this too.

Speaker 0

So, like, a subcategory of durability is gonna be, like, what are you more durable at versus other things.

Speaker 0

Right?

Speaker 0

So it's not just like durability as a whole, but there's also climbing durability.

Speaker 0

There's downhill durability.

Speaker 0

There is road durability.

Speaker 0

Right?

Speaker 0

And so you kinda wanna look at all those things.

Speaker 0

And I always think that flat running durability is a subset of this too.

Speaker 0

So meaning, it's like how well can your legs hold up on flatter running.

Speaker 0

Right?

Speaker 0

I know for some athletes that I coach, and even in my running career, if I've had a really hilly race, sometimes my legs actually hold up better than if it was on flatter ground and also vice versa for some people because some people might be very, very durable when it comes to flatter ground, and some people are very durable when it comes to uphill and downhills, and they might be one more than the other so that if they race the one that they're not as durable at, they're gonna get more sore.

Speaker 0

Right?

Speaker 0

Like, I know for me, like, if I raced, you know, just going into Western states, I should say, going into Western States in this training block, if I had done more hills, I actually probably would have been a little bit more durable versus then being on a little bit flatter ground because I had just been training a ton for Tahoe two hundred, which is a very hilly race.

Speaker 0

And then I trained for Kodiak one hundred miler, which is relatively hilly, and I was kinda hitting the hills a little bit harder.

Speaker 0

And if I did something flatter, I would have been a little bit more sore.

Speaker 0

And so asking yourself those questions are super important because if you are someone who has done, like, a lot of hill work in the past, or has done a lot of uphill or downhill, or feel like when you do uphill or downhill, you don't get as sore, but, like, you get a little bit more sore on the flatter ground stuff, you kinda wanna build a little bit more of that durability, which is super, super huge.

Speaker 0

Now the same thing will go true with aerobic fitness as well.

Speaker 0

Right?

Speaker 0

Because you can have even though, like or fitness is fitness.

Speaker 0

Right?

Speaker 0

Like, the fitness is always gonna say your v o two max is gonna be your v o two max on the uphill and the downhill and everything and such too.

Speaker 0

There also is an element of this, though, where it comes to, you know, still, like, not being aerobically capable of running uphills or going faster at uphills at a low intensity.

Speaker 0

Now, I would say, like and and this is true for every single person, by the way.

Speaker 0

It is impossible to go uphill at the same pace at the same RPE for any person.

Speaker 0

Right?

Speaker 0

So if you're running, like, a twelve minute per mile pace on flat, like, if you take that twelve minute per mile pace and you go uphill now, you're going to guaranteed be at a higher RPE.

Speaker 0

And the reason for that is because when you're going uphill, you're gonna be in a position where it's just going to be more taxing.

Speaker 0

You're gonna get more blood pumping.

Speaker 0

You're like, your muscles are working harder, and therefore, like, it's just gonna go into a higher RPE.

Speaker 0

So you're gonna go at a lower pace.

Speaker 0

But if you think about this, like, sometimes, like especially this is for, like, newer runners or maybe runners who aren't as used to going on climbing stuff, which is totally okay.

Speaker 0

It can be almost hard to keep your RPE low enough to where you're at a two to three RPE when you're doing uphills.

Speaker 0

So let me give you an example.

Speaker 0

Right?

Speaker 0

So if you if you have a two to three RPE long run, or maybe let's just call it a recovery run to make it even more of a more palatable example.

Speaker 0

If you're doing a two rate of perceived exertion, easy run, right, where the point of this is to stay in a two RPE, keep it nice and easy, and you do it on a really hilly route.

Speaker 0

And, let's just say there's a lot of uphills, and when you're hiking uphill, you're even in a four rate of perceived exertion, you are no longer getting the benefits of that workout, because you are, now going into a higher RPE.

Speaker 0

And so from that standpoint, like, that's where we need to build the aerobic fitness first before we can get into the climb so we can handle the climbs at a lower RPE and therefore not overshoot our training.

Speaker 0

So there's many different things under here too.

Speaker 0

So I'm gonna go through maybe a few different scenarios of where doing more roadwork, flatwork, non hills essentially doesn't again, it doesn't have to be roads.

Speaker 0

It can be just flat trail in general, nontechnical trail, can be very beneficial even if you're doing a trail race or a hilly race or anything of such too.

Speaker 0

So I'll start with that very first one.

Speaker 0

I'm gonna start with that very first one because we're talking about that, and that one is a little bit harder to kinda grasp.

Speaker 0

But there is something to to think about in there too.

Speaker 0

So if you are in a position where if you are going uphill a lot, and even when you're hiking uphill, and this is totally okay if this is the case, it's actually very common with runners who aren't as familiar with uphill or are just, like, getting into running longer distances and such, if you're in a position where it is really hard to maintain a very low RPE, even when you're hiking uphill, then it's actually more beneficial to do a lot of your work up front in your training block on flatter ground than to add in hills off the bat.

Speaker 0

And the reason for that is because it is easier to manage your low intensity, at a flatter ground or on roads than it is on hillier things.

Speaker 0

And so the the benefit of this here is that when you're doing all of that flatter work up front and you're doing this two RPE, three RPE stuff and you're building that low intensity base and you're able to, like, hit the intense workouts, correctly in the times when you need to, you're actually going to expand your aerobic fitness more so that when you get on those hills, you can now go up those faster at a lower RPE and therefore stay in a more low intense zone.

Speaker 0

Because if you just hammer vertical gain right off the bat, not only are you gonna have that example where I mentioned before where, you know, you, you're not getting the workout benefits of what's intended, but if you keep stacking that over and over and over again by the time you get to race day and knowing at race day for most people, for most ultramarathons, we wanna be in a position where we can hand we can go for a low RPE for longer periods of time, our engine is not gonna be as efficient.

Speaker 0

A lot of the biggest mistakes that I see people make as ultramarathon athletes is they run their easy runs too hard.

Speaker 0

And actually, in this standpoint, like, that would fall into that category because even if you're hiking uphill and your RPE's at a four as opposed to a two, you're actually taking those easy runs too hard.

Speaker 0

And when you take your easy runs too hard, you don't get that aerobic efficiency that is needed to have those fat burning capabilities, that engine that's going to last for a long period of time, and it's going to die out really, really quickly.

Speaker 0

Or you can even get into a really bad scenario where some people just can't even keep up with their breathing, and you can't last for long periods of time out there when you're running at this low intensity, and therefore, it's just going to lead to an absolute disaster out there too.

Speaker 0

So, like, would say, like, build the fitness first, and then everything will kinda fall into place.

Speaker 0

I've said it many times before on podcasts and coaching calls is that fitness is king.

Speaker 0

It really is.

Speaker 0

Like, fitness is truly king.

Speaker 0

Like, if you strip away, like, all the things with ultramarathon ing, whether it's hills, technical skills, downhills, heat training, nutrition, hydration, like, all those things, like, if there was one thing, if there's one thing that I would say, like, is the most important thing, like, if you are not gonna get done anything else, which you should, and I definitely think you should, like, those are essential stuff.

Speaker 0

But if you had to ask me, hey, Joe, what is the one thing I should be focusing on?

Speaker 0

It is fitness, and not just aerobic fitness, but durability.

Speaker 0

But the point to going with the hills is that the aerobic fitness, focusing on that, will actually help you better on the climbs because you're able to go up there at a low intensity effort without spiking your intensity too high to the point where you're not being efficient at your aerobic level, essentially.

Speaker 0

So from that standpoint, like, if you do struggle to, like, breathe at a low intensity on the uphills, which is totally fine, your earlier block should be focused on a little less elevation gain up front, and therefore, maybe doing more roads or doing more flatter trails.

Speaker 0

But basically, you don't have to hammer that elevation gain, right up in front.

Speaker 0

Right?

Speaker 0

So, that's, like, one of those big things so that when you do eventually move into the more specific stuff, the more hills, the more technical trails, you're gonna be fitter so you can actually do workouts at a more lower intensity, and keep your intensity in check a lot, more accurate to what is prescribed on that day, so therefore, get the maximal benefits of that.

Speaker 0

So that is one scenario where running on roads or flatter grounds can really help you, especially if you're running a trail or an ultrarace, or some or an uphill race that is very, very technical.

Speaker 0

So that's, like, scenario number one.

Speaker 0

Now scenario number two is kinda like what I mentioned before with overall, like, flat durability.

Speaker 0

Right?

Speaker 0

So maybe you do really well on uphills and downhills, but maybe you're running a race that or maybe, like, the the flat stuff just beats you up.

Speaker 0

And there's some races where there are some flat sections.

Speaker 0

Like, I think about Gorge Waterfalls, which just happened.

Speaker 0

Gorge has a lot of steep uphills and downhills, but it also has some straightaways where you need to kick over the legs and turnover.

Speaker 0

Western States has a ton of runnable downhills.

Speaker 0

So not only do you have to be a good climber, you gotta be a good runner in order to be really efficient on that course.

Speaker 0

Coconut 250, similar thing.

Speaker 0

For Coconut, basically, a lot of the course is like uphill, and then there's a lot of flat, and then there's uphill, and then there's a lot of flat, and then there's uphill, and then there's a lot of flat again.

Speaker 0

And if you can keep that running turnover well, you're gonna be in a position where you can really go well.

Speaker 0

Like, I think with Coca Cola, you were just coming up in, you know, less than two weeks at this point.

Speaker 0

If you just hammer vert for that race, I don't think that's a good strategy because a lot of there is running in that standpoint.

Speaker 0

And so if you don't have that running durability, your legs are just gonna get chewed up in those sessions, and you really need to be in a position where you can, like, increase that.

Speaker 0

So I think first and foremost, this would apply to people, who especially are obviously, if you're doing a flat race, like a javelina or a tunnel hill or, you know, basically, like, I would say anything with an elevation gain, if you're if we're, like, scaling it from a 100 miles, if I would say, like, if you're doing a 100 mile race and it's less than 10,000 feet, it's it's probably a pretty runnable course, in terms of, like, how much running is in there.

Speaker 0

So from that standpoint, you need to assess your flat durability.

Speaker 0

And a really good way to kinda, like, figure this out is, like, compare your recent long runs from when you do, flatter long runs versus, like, versus, hillier long runs.

Speaker 0

And so and see which one you're more beat up at at the same time and at the same effort level.

Speaker 0

And so, like, if you have so here's an example that you can kinda do is, like, you can look at two different runs that you did.

Speaker 0

Let's just say you had two four hour long runs, and you had one four hour long run where you did a lot of hills, and you had one four hour long run where you did it all on flat.

Speaker 0

Which one were you most beat up on?

Speaker 0

Which one did you feel the most sore on?

Speaker 0

Which one did you feel like you your muscles were the most exhausted on?

Speaker 0

And so I'll give you an example.

Speaker 0

When I first started out this training block, whenever I did or going into this training block, whenever I did more longer runs on flatter stuff, I would get a little bit more beat up than when I did on hills.

Speaker 0

Now now, though, yesterday, I ran from the finish line of Boston Marathon to the start at 3AM.

Speaker 0

It was a crazy adventure.

Speaker 0

Was awesome.

Speaker 0

But that was basically mostly flat.

Speaker 0

It was a marathon with, like, 1,500 feet of climbing, so not that much, not that technical.

Speaker 0

And I was completely fine right after, and I ran 14 miles today, like, no problem at all.

Speaker 0

So now I've built up that that speed to where I actually did a long run on Friday where there was a little bit more hills, and I kinda pushed the intensity a little bit intentionally.

Speaker 0

And I was a little bit more chewed up on that one.

Speaker 0

And so at that standpoint, it's like, okay.

Speaker 0

This is good because I've done all this stuff to work on that flatter durability first, and now I'm working on that more hilly durability going into my final weeks of Western States training.

Speaker 0

And so, anyways, the reason why we're doing this is because if you find that you are more flat, durability limited, and you have areas in these in the race that you're training for where they are a little bit more flatter or they do have some runnable sections in there, then getting up that flat durability first is huge.

Speaker 0

And so that's why I like doing, like, flatter long runs.

Speaker 0

Going on the road is actually really good for durability on flatter stuff because when we think about the most easiest impact on your joints, muscles, and bones, the easiest impact thing is gonna be the treadmill by far.

Speaker 0

The treadmill is the easiest impact thing.

Speaker 0

It's the lowest impact.

Speaker 0

It's the most cushy, and that is, like, the easiest impact thing that you can do on your body.

Speaker 0

Second, easiest is gonna be, like, more like a grassy or, like, soil trail.

Speaker 0

So think about a lot of the trails in the North Northeast or the Midwest or the South, right, like, where you can get a little bit more, like, plushy kinda grass trails.

Speaker 0

That's, like, number two.

Speaker 0

Number three is, like, more harder desert kinda trails.

Speaker 0

So, like, think about the trails in Arizona or, like, Southern California.

Speaker 0

Right?

Speaker 0

They're a little bit more firm.

Speaker 0

That would be number three.

Speaker 0

And number four, the hardest thing on your body is roads, pavement, tarmac, all that stuff.

Speaker 0

And so, like, actually, if you build, like, a lot of, like like, you know, flat running on roads, that actually is gonna help you to be more durable because it's a higher impact higher impact thing than a trail race that you're training for.

Speaker 0

So therefore, when you go out on the trails, like, your muscles are gonna be a little bit more durable and resistant towards that as well too.

Speaker 0

Now here's a word of caution here and something that I always think about too.

Speaker 0

If you've just run trails all before, don't just spam your entire weekly mileage on roads right off the bat.

Speaker 0

You need to wean into it.

Speaker 0

In fact, I see this very common with injuries is that, you know, someone who trains a ton on treadmill or road or things like that too, and if you just make an abrupt switch on your training all of a sudden to, like, doing tons of pavement, like, so for example, like, I worked with an athlete.

Speaker 0

Like, they basically all they did was train on trails.

Speaker 0

The trails were nice and plush.

Speaker 0

And then they went on vacation, and all they could do was just run on roads.

Speaker 0

And they did their whole training on roads, and they end up getting some niggles and aches and pains.

Speaker 0

And, you know, I told them, I was like, yeah.

Speaker 0

Like, this is because the roads haven't been in there.

Speaker 0

And so, like, if you have races that have roads on it or anything of such too or even, like, some sort of harder ground, like, sprinkle in some roads in there even too to get a little bit more durability seasoning.

Speaker 0

Right?

Speaker 0

Because they are a little bit harder on the joints and the muscles and the bones and everything such too.

Speaker 0

So, again, word of the wise is, like, don't just spike road mileage.

Speaker 0

Like, make sure that you are assimilating it in very quickly or sorry, very gradually, not quickly.

Speaker 0

Don't do that.

Speaker 0

Gradually.

Speaker 0

I said that word wrong.

Speaker 0

So make sure you're sprinkling it in very gradually.

Speaker 0

But having in some of that road stuff is really, really useful.

Speaker 0

So I did a decent amount of my long runs on roads earlier on into Western States.

Speaker 0

Now granted, I am training for Badwater one thirty five as well, which is also all on roads, so I'm definitely gonna need that road durability.

Speaker 0

But Western States has a lot of runnable downhills that are gonna be a little bit easier on the bones, muscles, and joints than the roads, so therefore, doing the roads can benefit the durability aspect by those runnable sections at Western States as well.

Speaker 0

So that is the other thing where it can really, really help you in those regards.

Speaker 0

The third place where it can really, really help you is, if you feel like you are a little bit more limited from, like, a speed perspective just on the flatter ground versus the uphill or the downhill.

Speaker 0

Now I think every single runner, like, we have things where what we're, like, really strong at and maybe some areas that we're weak at and some areas that we're okay at.

Speaker 0

Right?

Speaker 0

Like, there's some people who are very good at the climbing.

Speaker 0

There's some people who are very good at the downhill.

Speaker 0

There's some people who are very good at the flats.

Speaker 0

There's some people who are good at all three.

Speaker 0

And if that's you, congratulations.

Speaker 0

It's amazing.

Speaker 0

But regardless, like, there is one area that's probably weaker than the about those than the other areas.

Speaker 0

And so, where I'm kinda getting to this is that if your flat running is one of the weakest parts or even downhill in a sense, then actually keeping in some flatter road workouts or track workouts or just flatter trail workouts can be beneficial earlier in the block for you.

Speaker 0

And so, like, that's why, like, Western States for me, again, I was pretty I felt pretty comfortable on the uphills.

Speaker 0

I felt pretty good on the downhills.

Speaker 0

I do need to build that leg turnover back because I've been training for a lot of hilly races from April of last year all the way up to October, and so I needed kinda, like, more of that flat leg turnover back.

Speaker 0

I was doing a lot of track workouts, and I was doing a lot of road workouts.

Speaker 0

And, again, the reason for this is because, what you are doing in those scenarios is you're building running economy.

Speaker 0

Now if you hear someone talk about running economy, essentially what it is is you are becoming more efficient for the output that you're putting out, aka the pace, the speed, all that stuff, for the energy that you're putting in.

Speaker 0

So in a nutshell, it's you are getting more output, aka more speed, for less energy put in, which is a good thing.

Speaker 0

Right?

Speaker 0

Because you're able to go faster without expending more energy.

Speaker 0

And so one way to do that is form.

Speaker 0

Like, form is a really, really good way to build running economy, and usually, like, regular running form, is going to be the biggest thing too.

Speaker 0

Now really interesting thing about running economy too is that the steeper the uphill, in a race and the more technical a trail, the less that running economy actually matters.

Speaker 0

And so, and the the less that running and running economy can actually be a little bit diminished if you're doing a lot of that stuff all the time.

Speaker 0

So, like, if you're doing steep hiking all the time, if you're doing just technical crazy trails all the time, you can actually lose a little bit of running economy because what you're doing is giving your body muscle memory to not get that efficient stride that is needed in some of those parts.

Speaker 0

Now granted, there's two schools camps for running economy.

Speaker 0

I kinda wanna talk about this because there's, like, two giant schools of camp that I'm not even gonna name because it's just, like, not even worth it.

Speaker 0

But there's a school camp that basically says that running economy is pretty much everything when it comes to ultramarathons and just running performance in general.

Speaker 0

And there's a school camp that says running economy doesn't matter at all for ultramarathons.

Speaker 0

I think both have their points, but I also think that there is a middle ground between both of these.

Speaker 0

This is the EVERYDAYULTRA philosophy.

Speaker 0

I think that, it really helps in both scenarios.

Speaker 0

Do I think running economy is the only thing that matters in ultramarathons?

Speaker 0

Absolutely not.

Speaker 0

Because if running economy mattered the most, then the people who are gonna have the biggest fitness are gonna win races all the time, which isn't the case.

Speaker 0

Right?

Speaker 0

We just know that's not the case because there's technical skill.

Speaker 0

There's uphill strength.

Speaker 0

There's downhill strength.

Speaker 0

There's fueling.

Speaker 0

There's nutrition.

Speaker 0

There's all this stuff.

Speaker 0

So I don't think it's the only thing, and I don't think and then there's some races where I think it just doesn't matter at all, Like, Hard Rock one hundred, U Ray one hundred.

Speaker 0

Like, these races that are, like, really steep climbing races, or very technical races.

Speaker 0

Like, I'm trying to think of, like, you know, super crazy technical race, off the top of my head.

Speaker 0

Like, Georgia, crown jewel.

Speaker 0

Right?

Speaker 0

Like, that's one.

Speaker 0

That's one where it's just, like, super technical and things like that too.

Speaker 0

Big Foot two hundred.

Speaker 0

Right?

Speaker 0

There's a lot of these, like, races where they're just a little bit more technical where running economy is just not gonna matter as much.

Speaker 0

So for those ones, like, yeah, like, I I don't think that school of camp is right.

Speaker 0

However, the other school of camp that says running economy doesn't matter for any ultramarathons at all, I disagree with that as well.

Speaker 0

Because if you think about races like Western States, javelin one hundred, Black Canyon one hundred k, these races where there's a lot of running in there, running economy actually can matter a ton because you're doing a lot of what?

Speaker 0

Running.

Speaker 0

Right?

Speaker 0

So, like, races that are a little bit more hiking inclined, aka, like, more steeper races or more technical races, yes, running economy is not gonna matter enough.

Speaker 0

But I don't think it's a reasonable statement to say that running economy doesn't matter at all when it comes to trailer ultrarunning because there are some races where it can matter a ton.

Speaker 0

Before we dive in the episode, I have to address one thing, and that thing is most running nutrition products absolutely suck, and they suck for a few reasons.

Speaker 0

First and foremost, I can tell you most running nutrition products, they give you palate fatigue, and it is so hard to continue to eat sports nutrition when your mouth is just super sticky and sugar coated and that sweet taste just rings in your mouth.

Speaker 0

It just becomes a problem.

Speaker 0

And when you don't eat, it just spirals out of control.

Speaker 0

Secondly, in the world of high carb fueling, it looks like you can either choose between a high carb, low sodium option or a high sodium, low carb option.

Speaker 0

And you need both sodium and high carbs out there too.

Speaker 0

So why not have both?

Speaker 0

And thirdly, a lot of options have a ton of ingredients that can potentially mess up your stomach.

Speaker 0

So in looking for a product that had all these three things, I tried out tons of nutrition products.

Speaker 0

The one that I landed on that has been really, really helpful at Kodiak 100 miler earlier this year and one that I've been using in all my long runs for Western States is Hyperlite Liquid Performance.

Speaker 0

Hyperlite

Hyperlite has minimal ingredients.

Speaker 0

It has a neutral taste and an actually a neutral taste as well too.

Speaker 0

It doesn't give you pal fatigue and it has a 100 grams of carbs and a thousand milligrams of sodium per serving.

Speaker 0

And even if you aren't using that high of an amount, it's easy to break it up because it has round numbers that makes nutrition planning super, super easy.

Speaker 0

And I'm not the only one using this as well.

Speaker 0

EVERYDAYULTRA Coach Alyssa uses this as well too, and she just placed fourth at ultrarail Cape Town.

Speaker 0

And it is also used by Hans Troyer, who just won JFK fifty and ran the second fastest time ever there and placed top 10 at Western States earlier this year using hyperlight as his main nutrition.

Speaker 0

So not only is it one of my favorites, it is also the favorite of many great endurance athletes in the sport.

Speaker 0

And the best part, it's created by ultrarunners just like us.

Speaker 0

In fact, the founders ran 100 milers each earlier this year too to put their product to the test and live out the ethos, and they succeeded.

Speaker 0

So because they are an ultrarunner's dream, we asked them to give you a discount code and they did.

Speaker 0

They gave us a 15% discount code that you can use off your next order of Hyperlite.

Speaker 0

你只要访问 hyperliteliquidperformance.com,注意 Hyperlite 是 H-Y-P-E-R-L-Y-T-E 这样拼的,后面接 liquidperformance.com,或者直接点节目说明里的链接就行。

So if you go to hyperliteliquidperformance.com and Hyperlite is spelled H Y P E R l y t e, and then liquidperformance.com, or go to the link in the show notes.

Speaker 0

You can use code EVERYDAYULTRA to get 15% off your order.

Speaker 0

访问 hyperlightliquidperformance.com,或者点击节目说明里的链接,就能享受八五折。

That's 15% off your order when you go to hyperlightliquidperformance.com, or go to the link in the show notes and get 15% off your order.

Speaker 0

Give them a try, ramble on, and use running nutrition that is actually designed for ultrarunners and good for ultrarunners.

Speaker 0

Also, huge shout out to Janji Apparel, which is my favorite trail running brand on the market when it comes to apparel.

Speaker 0

If you're looking for trail running clothes, tops, shorts, tees that are not only comfortable but will last a long time, Janji is your go to for that.

Speaker 0

I've been wearing them for over three years.

Speaker 0

It is what I wear in every single race, and it has never failed me and is always comfortable.

Speaker 0

And if anything rips, tears, or shreds with all the miles that you're putting into it within five years, they replace it, no questions asked.

Speaker 0

So if you wanna shop my favorite Janji apparel gear, you can go to janji.com/everydayultra and check out my favorite items on their website.

Speaker 0

网址是 janji.com/everydayultra。

That's janji.com/everydayultra.

Speaker 0

Give it a try.

Speaker 0

You will not be disappointed, and let's get back in the episode with no more ads.

Speaker 0

So I think that if you are in a race where running economy matters, which I would define from there are runnable sections in there and nontechnical sessions that is going to require you to do a decent amount of running, then running economy is something that should be focused on.

Speaker 0

If you're doing some crazy messed up race like a Hard Rock one hundred or a URA one hundred or a very technical up and down race, right, then, no, maybe you don't need to focus on it as much.

Speaker 0

But if you are, you should be focusing on maintaining running economy by adding in some track workouts, flatter workouts, because that will help you a ton by building that running economy as well.

Speaker 0

In fact, you know, a really interesting study and a really interesting thing that people find out about strides.

Speaker 0

Right?

Speaker 0

We all know and love strides.

Speaker 0

They're amazing.

Speaker 0

They're awesome.

Speaker 0

I think every runner should do their strides.

Speaker 0

I always say, like, if they ever make another Christmas story movie like, if I were if I were to make a Christmas story movie, instead of be sure to drink your Ovaltine, I would have be sure to be be sure to do your strides.

Speaker 0

That was a really insanely niche reference there, but I hope people got that.

Speaker 0

But, anyways, all that being said, from that standpoint, strides can be really, really helpful even from a running economy perspective because what they found is that if you just do five sets of twenty second strides at an eight to nine RPE, you can see massive benefits to your running economy by just doing those two to three times a week.

Speaker 0

Now granted, when you're in a speed phase, you know, you're essentially doing longer forms of strides by doing tempo workouts or doing v o two max workouts.

Speaker 0

So you're gonna get the same effect, if not even more, because you're going at those at a longer duration.

Speaker 0

And so if you're really trying to focusing on running economy early and upfront, if you have two workouts in a given week, right, which usually is kind of the standard protocol, not every not it's not the protocol for everybody, but I would say for you know, I'm or I don't wanna say, like, for most people or anything of such too.

Speaker 0

But if you are doing two workouts in a given week, let's put it that way, for a v o two max section or v o two max block that you're in for training, and you have one v o two max workout in the week and another v o two max workout in the week, If you're really running economy limited and you wanna focus on that leg turnover speed, you can do two track workouts or two flatter workouts.

Speaker 0

Now you might be in a position where you're like, oh, well, I'm a little bit of both.

Speaker 0

Like, I'm a little bit of, you know, running economy limited, durability limited on the flatter stuff, but I also need to work on the uphills and or I'm on a a condensed time frame, then you could do one on the track and one on the roads.

Speaker 0

Now if you're someone who's like, I'm good on the flat stuff.

Speaker 0

I just need running climbing power.

Speaker 0

I need that, like, running durability, all that stuff.

Speaker 0

Then doing those on the uphill is good, assuming that you're gonna be in the right RPE, which if you're doing eight to nine RPE, I mean, you could just basically send it and you'll be completely fine.

Speaker 0

But from that standpoint, that's how you kinda look at it on there too.

Speaker 0

Whereas I think a big mistake that people make is if you just look at, if you just look at, like, a hilly race and you have a long enough timeline, and in that hilly race, there's some runnable sections that does matter with running economy and or you're in a position where, you know, it's hard for you to maintain a lower intensity on the flatter stuff, then you might just, you know, do two hill workouts in a week, which is fine, but you can almost be losing some of that running economy benefits that you can get by running on the flatter stuff.

Speaker 0

Now granted, there are some ways that you can also slice and dice as you could do v o two max workouts.

Speaker 0

I think you can do a little bit more on the hills because that point, you just, like, rip and rip and send it.

Speaker 0

When you're getting more to, like, that lactate threshold phase, that's where it can get a little tricky because sometimes it can be hard to even just the lower the intensity, the harder it is to maintain that lower intensity on the uphills.

Speaker 0

So so all that being said, you can kinda slice and dice those workouts relative to what you need, what your basis is.

Speaker 0

But if you are going through all the things, like and if running economy is one of those things where you're like, I need to work on these things, keeping it at least one of those flatter workouts a week on road, track, any of that stuff can be super helpful to maintain that running economy, which is huge.

Speaker 0

Now another another point that you can do from this too, because like if you absolutely have no hills or things like that and you need to get in hills, sometimes, even if you are running economy limited, another solution is if you're doing a v o two max phase, you can do and you're doing two workouts a week, you can do two of those both on hills, but just make sure that everything you else everything else that you do throughout the week is on flat.

Speaker 0

Your recovery runs, your long runs, if you're doing strides before your hill workouts, which you should to warm up, do those on flats.

Speaker 0

So then that way, you're still getting that flatter work while you're still also focusing on the climbing that is needed if that is something that you genuinely need to work on from that standpoint.

Speaker 0

So, anyways, that was a long belabored point in there too.

Speaker 0

But the whole point of that particular section is that if you are in a race where running economy is going to matter for you, making sure that you have flatter stuff earlier on is really, really good for sure.

Speaker 0

Now those are the scenarios where I would say, like, running on flatter ground can be really, really beneficial, and I think it can be really good.

Speaker 0

And I can tell you right now that for my Western States training, like, this is the first I shouldn't say the first time.

Speaker 0

This is, like, the time where I've probably been the most aggressive with this standpoint of just, like, really hammering in a lot more flatter stuff before the verti stuff.

Speaker 0

And I've seen tremendous impacts in not just my fitness, not just how I feel, not just my flat durability, but also even how I'm climbing.

Speaker 0

Like, the climbing gets better.

Speaker 0

It's crazy.

Speaker 0

It is wild.

Speaker 0

So all that being said, it has been working well in my training, it's something that I'm really, really I like to stress with athletes because we can always get, you know, so caught up in I need to, like, slam hills and slam elevation gain when it's just not the case.

Speaker 0

But then the question begs is, like, well, if I do have a race with hills and if I do have a race with technical trails and I need to get that in, like, when do I do it, and how much should I do it on?

Speaker 0

So in terms of the amount of elevation gain that you should be looking to aim for at a certain point in the training, and I'll talk about which point that is, you what you wanna do is you wanna take the the total elevation gain and loss of the race that you're training for.

Speaker 0

So in this standpoint, for me, I'm training for Western States one hundred.

Speaker 0

It has about 18,000 feet of climbing and 21,000 feet of downhill.

Speaker 0

So let's just take the 18,000 feet just so we're gonna focus on one number for a time.

Speaker 0

So what you're gonna do is you're gonna take that number, and you're gonna divide it by the miles in the race that you're training or the distance of the race that you're training for.

Speaker 0

So in this case, it's a 100 miles.

Speaker 0

So 18,000 feet of climbing divided by 100, 100 miles, is a 180 feet per mile.

Speaker 0

Now your goal in training is to build up to the point where you can get your weekly mileage multiplied by that feet per mile number, and your weekly elevation, in this case, uphill we're looking at, should be around that number.

Speaker 0

So I'll give you an example.

Speaker 0

If you are running about 60 miles a week, then you were gonna do 60 multiplied by a 180 feet per mile.

Speaker 0

Ideally, if you're running 60 miles a week, you should be getting in 10,800 feet of climbing.

Speaker 0

Now here at EVERYDAYULTRA, most of us program by time on feet, not miles.

Speaker 0

So, I always get the question.

Speaker 0

They're like, well, if I'm training by time on feet, then how do I get this number?

Speaker 0

It's pretty simple.

Speaker 0

I always suggest, you know, if you look at the amount of hours that you have at a given week and you see what terrain you're doing on, you can almost, like, estimate, like, where that mileage is gonna shake up.

Speaker 0

So, like, if you look at, like, a certain amount of hours in a week and you're like, okay.

Speaker 0

This is probably gonna shake up to about 60 miles in a week, then what you can do is you can go ahead and estimate and be like, okay.

Speaker 0

If I'm gonna estimate 60 miles a week and I need to get a 180, then I need a 10,800 feet, and then you can plan your routes accordingly to when you can get that elevation gain to build up to it.

Speaker 0

Now it's not gonna be perfect, right, because you're just making a guess, and it's okay that it's not perfect.

Speaker 0

If you're off by a little bit, it doesn't matter.

Speaker 0

It's not gonna blow your training up.

Speaker 0

No nothing on that too.

Speaker 0

You are just making your best guess estimate based on that as well.

Speaker 0

So just kinda keep that in mind.

Speaker 0

Now here is the kicker.

Speaker 0

And I did a real, I wanna say a year ago, where I posted this, and people just came after me in the comments about this.

Speaker 0

And I think sometimes with short form content, and again, this is on me, you know, it's you you can't always put all the little nuances and details.

Speaker 0

And the nuance and detail with this one is you don't really have to get to this specific fee per mile number until about six weeks before the taper.

Speaker 0

So, basically, you can go at a lower amount, earlier on, and then six weeks before the taper is where you can start to get to this number.

Speaker 0

Now, again, nuance.

Speaker 0

There's always nuance.

Speaker 0

Important nuance to this is, like, if you're in a position where you are really limited by climbing and you know that that's the biggest area of opportunity for you to go to, you're good on the aerobic fitness, you're good on the running economy, like, you're good on all that stuff, and you're like, I need to get there sooner, you can get there sooner.

Speaker 0

It's fine to get there sooner.

Speaker 0

You totally can.

Speaker 0

But for the scenarios that we're talking about for the sake of this discussion here where, you know, you're a little bit more running economy limited or you need that flatter stuff in there, you don't have to worry about that until six weeks out.

Speaker 0

So therefore, you can focus on having a run with zero elevation gain and not having penalized on there too.

Speaker 0

Secondly, what a lot of people show is that and a lot of, like, studies show is that when you're doing elevation gain, you don't need to do a ton of it to get a huge adaptation.

Speaker 0

Right?

Speaker 0

If you're doing adaptations for, like, six to ten weeks before your taper, that can be subtly enough for the amount of climbing that you're getting for your given race.

Speaker 0

But I don't the biggest caveat here, though, again, there's always these caveats and little asterisks to keep in mind, is that you shouldn't go from, like, zero zero zero zero zero and then go to your goal feet per mile just one week because that's how you're gonna get hurt.

Speaker 0

Like, the key here is to keep in some hills, keep in some elevation gain, but start to gradually increase that number.

Speaker 0

So if your if your goal is to go for a 180 feet per mile, you might and your base that what you're currently doing is a 100 feet per mile, you might wanna increase that by going to one week, you're doing a 120.

Speaker 0

And then one week, you're doing a 130, and then a 140, and then a 150.

Speaker 0

Right?

Speaker 0

And then you're gradually just building up a little bit more until you can get to that one eighty number safely.

Speaker 0

Don't just go from, like, 50 feet per mile to a 180 feet per mile because, again, you're gonna get hurt.

Speaker 0

Like, in terms of injury, volume spikes aren't the only thing that when you spike it, you get injured.

Speaker 0

Elevation gain, uphill, downhill, those can still lead to potential injuries because what you're doing in those scenarios, you're working different muscles, and those muscles are getting overloaded too quickly, and you can get hurt.

Speaker 0

So you gradually ease into those things.

Speaker 0

But the reason why I'm saying this for the sake of this conversation is because we only need it at a minimum of six weeks out before the taper.

Speaker 0

You can spend a lot of your other time early and upfront having those runs with zero elevation gain and just doing them on the track or roads or whatever the such that's on flatter ground without feeling like you are penalizing your specific training.

Speaker 0

So, like, for me, I'm only gonna get to that 180 feet per mile about six weeks before the taper, which is coming up real soon for me.

Speaker 0

I'm going to get into that block.

Speaker 0

And the whole concept with this is because I always talk about this, like, whenever we think about training.

Speaker 0

You always wanna focus on least specific stuff earlier in the training block because usually the least specific stuff is just gonna be focusing on fitness.

Speaker 0

It's gonna be focusing on running economy, road speed, all that kind of stuff that is going to help you to when you do get closer to the race, there's more technical skills and everything as such too.

Speaker 0

And at that point, you've built the fitness.

Speaker 0

You've built the running economy.

Speaker 0

You've built that stride so that when you do the technical work, like, all that technical work is gonna get better because you've just spent a lot of time building the foundation.

Speaker 0

And so you don't wanna be too specific early on, especially if, like, that's not a limiter for you.

Speaker 0

Because if you do so, then you're robbing yourself of all the stuff that's gonna make that later work even more impactful.

Speaker 0

And so from that standpoint, least specific to most specific is the principle that we go, and that applies to elevation gain, technical trails, everything as such too.

Speaker 0

And so I would say, like, if you're in a really, really steep kinda race or a race with a lot of, like, steep climbs or things like that too, you really don't need to worry about getting to that feet per mile number until six weeks before the taper.

Speaker 0

And even in that standpoint, I would say, like, when you're when you're in that block, you can do steep trails three times a week at the minimum.

Speaker 0

Now granted, you can do five or six if, like, you really wanna hammer the uphills and the downhills and you know you can be honest on the intensity and you know that that's an area that you need to work on, like, go ahead.

Speaker 0

Be my guest.

Speaker 0

But I would suggest, you know, having at least three days in the week where you're doing some steeper stuff that can be helpful to get in that adaptation.

Speaker 0

And, again, if you still need to maintain running economy, I always like to maintain one run one run throughout the week, even in a steep training block, where you're doing a little bit more flatter stuff and or some flatter strides just so you can maintain that running economy and kind of keep that turnover speed in a place where you're gonna need it on the downhills or flatter grounds in a race of the such.

Speaker 0

So that's how I would kind of apply that.

Speaker 0

So where the steep stuff comes into play is you focus early in the block.

Speaker 0

Again, if you are, you know, someone who falls in the criteria that I mentioned earlier in this episode, you will focus on the road speed, the track speed, the flatter speed earlier and up front, and you focus on the ability to increase your fitness so that you don't have to be breathing as hard on the uphills.

Speaker 0

And you're in a race where running economy is gonna matter, so you're gonna build that up.

Speaker 0

And then the closer you get to the race, the more you're gonna build the elevation gain, the more you're gonna go into the technical trail skills, the more you're gonna get closer to that feet per mile number because you're getting a little bit more specific, and all that stuff's actually going to be better because you worked on the foundation in front.

Speaker 0

So all that being said, like, don't poo poo the road, and don't be afraid.

Speaker 0

And don't be, like, in a situation where it's like, oh, I'm signing up for this race.

Speaker 0

It's really technical, but I live in a place where I'm gonna do a lot of my training on road.

Speaker 0

You actually can still get a lot of good benefit from it.

Speaker 0

Right?

Speaker 0

And then, you know, even if you're in place with a lot of road, like, you can just do a lot of treadmill, later on too for the uphills and the downhills, or if you have, like, a local hill or a parking garage that you can just do repeats on.

Speaker 0

I know coach Liz has a local hill around her where she's just going up and down on.

Speaker 0

You can get creative with it.

Speaker 0

But regardless, like, just know that, like, you don't have to hammer elevation gain.

Speaker 0

And, like, this can also open the doors for a lot of y'all if you're in a flatter ground and you really wanna do a mountain race and you're wondering, like, oh my gosh.

Speaker 0

If I don't live in this environment, can I go ahead and do it too?

Speaker 0

So running on roads and running on flatter ground can be very impactful.

Speaker 0

Don't just poo poo this in your training.

Speaker 0

You know, make sure to put those in there too, and you're gonna find that you're gonna be able to really be in a position where you can run stronger.

Speaker 0

You're gonna get better on the uphills.

Speaker 0

You're gonna get better on the downhills, and you're gonna have a more well rounded training block that is gonna help you tackle all aspects of your race.

Speaker 0

Because even if your race has uphills, don't just over index the uphills.

Speaker 0

If that is something that is, you know, not a major, major weak point.

Speaker 0

Right?

Speaker 0

Like, there's some people who's like, they're great on everything, but maybe the uphills, they're not the best on.

Speaker 0

Then, yeah, maybe over index on that.

Speaker 0

Right?

Speaker 0

Maybe, like, go hard on the pain on that.

Speaker 0

But I would say for a lot of people who are in the sport for a while, there's also ebbs and flows.

Speaker 0

Right?

Speaker 0

And so, like, for me, like, there's some areas of training or seasons of training where I'm a stronger climber, then I'm a stronger flat runner.

Speaker 0

There's some seasons of training where I've been a stronger flat runner because it always ping pongs.

Speaker 0

Right?

Speaker 0

Because you're going to focus a little bit more on one thing over another during a specific training block, and then the pendulum's gonna swing in the other way.

Speaker 0

It's the same thing with durability and aerobic fitness that I talk about all the time.

Speaker 0

Usually, if you're focusing a lot on durability, like, your aerobic fitness is gonna be the next thing that's gonna be the limiter.

Speaker 0

And then when then you switch your training to focus a little bit more on that.

Speaker 0

And then from that standpoint, once you're doing that, because you're probably not doing a lot more, volume, then durability is gonna be the issue, and then it swings right back.

Speaker 0

So, like, these things swing back and forth.

Speaker 0

It's not like a playbook for every single training block that you're doing.

Speaker 0

But the reason why I kinda wanted to go through this is because if you're planning to do hilly races and you're, like, assessing where you're at too, I hope this can be helpful for you so when you're looking at the workouts, when you're looking at your training, you can be in a position where you can be like, oh, it's more helpful for me to go on flatter stuff early and upfront, or this is actually a a much better option for me to hit the hills a little harder and a little earlier based on my current situation.

Speaker 0

And so so, yeah, that is that is the the the topic on here.

Speaker 0

And I hope that helped, and it got inspired again by me being at Boston Marathon and seeing people ripping on the roads and also by my training at Western States and seeing the benefits on there too.

Speaker 0

So I know I've been blabbing for a while.
