I'm your host, Joe Corcione, and thank you so much for listening.
Now let's get into it.
Hey, everybody.
Real quick.
My favorite recovery tool on the market is having a Black Friday sale, and I wanted you all to take advantage of it.
And that recovery tool is PlayOn Pain Relief.
Now PlayOn is an all natural pain relief spray that reduces inflammation in a matter of seconds when you spray it on your muscles.
It actually reduces inflammation at the source, at the muscles and joints, unlike cooling your skin like a lot of other products like icy hot, CBD creams, any of that stuff too.
So whether you're in the middle of a long run, in the middle of a race, or recovering after a hard session, you can ensure that your muscles are gonna be able to be well taken care of and not be sore to either continue on into your long run or your race or to get back to that next hard training session.
Now the offer, you can get two bottles of PlayOn for 52% off, and then you're also gonna get three mystery gifts and a free recovery lacrosse ball with your order as well.
So it was a huge deal, but that's not all.
That's not all.
Right?
Infomercial kind of stuff here.
30 random orders are actually gonna win a free running hat, which is awesome.
I've been running with it.
It's so good.
And one lucky person will be a golden ticket winner, and that golden ticket will give you one free entry to Desert Peak Ultra any distance that you want.
Desert Peak is the race that we are putting on, 100 k or 50 k or both here in Tucson, Arizona in April of next year.
So one person will win that.
Random person will win that if you order, you know, in this Black Friday deal as well too.
So hope you take advantage of it.
And like I said, this is a product I've used for years and years and years.
It helped me to finish strong at javelina one hundred last year.
It helped me to reduce muscle soreness on a lot of the downhills that I was facing at Kodiak one hundred this year, and it's been my favorite recovery product for years.
So if you want to give it a try, to playonrelief.com, and you can get that Black Friday deal for 52% off plus three free mystery gifts, free recovery cloth ball, and have a chance to win a free running hat and a free entry to the Desert Peak Ultra.
Hope you give it a try.
And, yes, let me know if you do.
What's up, everybody?
Welcome to another episode of the EVERYDAYULTRA podcast.
I'm your host, Joe Corcione, and I'm super stoked for this episode because not only are we talking about a very, very important topic in the realm of nutrition, both in everyday life, but also in training as well, which, you know, if we think about the key pillars for ultra running success, it is nutrition.
But I think a lot of people hear that and they think about, oh, well, just the amount of carbs per hours that we're taking out here.
But it's also in day to day life as well too.
Everything that you do from outside of running also impacts running for sure.
And that big pillar on that too is on the nutritional side, and that's why we're bringing on Claire Shorenstein to the EVERYDAYULTRA podcast.
Claire is an amazing, amazing person.
She's got an incredible podcast, the Eat for Endurance podcast.
She's a board certified sports dietitian, endurance athlete.
And, on her show, she dedicates that to help runners, cyclists, and endurance athletes fuel smarter and perform at their best.
She holds a master's in clinical nutrition for NYU and has spent years, years, and years helping athletes of all levels understand the science of fueling in a way that's practical, sustainable, and performance driven.
And she's not only an expert in the lab and the kitchen.
She's also an accomplished endurance athlete herself.
She's completed multiple ultramarathons, tackled iconic races, and has a firsthand experience of what it takes to really fuel train and perform across those long distances as well.
So she's not only teaching people to do it, she is doing it herself.
And I always say the best people to learn from are the people who are also walking the walker, in this case, running the run as well too.
And through her podcast, Eat for Endurance, she's interviewed elite athletes, top coaches, and leaders in sports science and nutrition, bringing forward insights to help Endurance athletes go farther, feel stronger, perform better, which you all know is the ethos of the podcast.
So could not think of another guest who I could be more stoked to chat about who lives the EVERYDAYULTRA ethos in everything she does, Claire Shorenstein of EVERYDAYULTRA podcast.
Claire, thank you for being here.
So stoked.
Love your podcast, and I'm super excited to talk all things nutrition with you today.
Wow.
What an intro.
Oh my goodness.
I feel so flattered.
Thank you so much.
Thanks for having me.
I'm stoked to be here too.
当然。
Of course.
And, you know, I it's it's all well said.
Mean, as I was doing research and listening to your podcast, I mean, you're just so knowledgeable in the space, and I think that it's so cool to bring someone in who's doing it too.
Right?
Because we you know, there's a lot of nutritionists and dietitians out there, but I think anytime, you know, I'm suggesting people to, you know, get advice from the ultra running space, I'm like, find someone who is that an ultra runner as well because you know the nuances and the context and everything like that too.
So maybe kinda starting from that angle, because I think that'd be really interesting, is what do you feel like is a traditional, maybe nutritional thing or maybe some dogma in the science of, you know, nutrition dietitians that maybe doesn't apply as much to ultra runners or maybe something where ultra runners need to consider differently than what people standardly say in the nutrition world?
Oh, that's a good question.
对。
Yeah.
I mean, obviously well, even within, like, the ultra running world, that's, like, that's such a big umbrella.
Right?
Like, what distance are we talking about?
Like, there's so many different sports within ultra.
Right?
So it's almost it's hard to kinda pinpoint that.
But, obviously, you know, fueling an ultra marathon, whatever distance, I mean, it's not the same as just fueling a marathon.
I mean, obviously, just a marathon.
That's still long.
But, you know, there there are different things to consider.
And often when we speak about the ultra running world, again, not always, but often it's in different types of terrain.
It might be in more extreme conditions.
You know, we're dealing with a lot of different factors.
I think for the most part, there are a lot of things, like general nutrition guidelines that we do carry over.
But there are a lot of things that are different.
Right?
So when you are out there for a lot longer, so maybe you're doing, you know, twelve hours, twenty four hours, whatever the case may be, multi day stuff, that changes the game.
Right?
You can't be you can't be just doing gels for you know, there's at a certain point, the gels and the chews, they're not gonna cut it.
We have to kind of consider other things.
We have to think about, you know, real food to kind of, you know, combat palate fatigue and keep your gut happy.
And maybe we're using caffeine more strategically at certain points.
I mean, there are just so many different types of things we think about.
The other thing that, and, of course, we can get into all these things in more detail, but, like, hydration.
Hydration's always very important and electrolytes, but electrolytes specifically, and that's a bit of a hot topic right now.
But, this becomes so much more crucial the longer you're out there.
Right?
So once you're kinda out there for more than four, five hours or something like that, it's just a lot easier.
First of all, you're losing more volume of sweat.
Right?
So maybe some of the audience members have heard about, oh, keep that body weight loss to less than two to 3% in terms of fluid.
Well, if you're out there for two hours, I mean, obviously, if you're a super heavy sweater, maybe you're losing that.
But, you know, the longer you're out there, the more fluid you're losing, which means the higher percentage of your losses, your hourly sweat losses, you have to replace.
So hydration is so critical.
And then this is also where sodium comes into play because it plays a key role in fluid balance and some other stuff.
So, so so we can't those are like they're just other things we have to start to think about when you're out there for really long distances.
The other thing that is more of an issue, and it's a lot of reason why many ultra runners DNF races, especially the recreational folks, is GI.
Right?
GI stuff.
So it's such a battle with some people to kinda keep the gut happy, and, we know how crucial it is to be able to take on exogenous or outside sources of carbohydrate and to actually absorb it and use it by the muscles.
And you can't do that if you're, like, barfing or you have diarrhea or something.
Like, you're just malabsorbing everything and it's not going so hot.
And if you're it's, like, in really hot conditions, like, the GI is even more pissed off if, you know, you somehow get dehydrated.
So there's just, like, a lot more moving parts in the ultra world.
So it's not like yes.
Maybe some guidelines are, like, very much different.
For instance, like carb carbohydrate needs are higher per hour, like the guidelines that we use, like, in longer distances.
But there are also just so many other things we have to keep in mind.
So it's definitely one of those things where you gotta plan, you gotta practice, and, yeah, that's that's what I'd say there.
没错。
Yeah.
当然。
For sure.
And I wanna double click on the GI thing because I think that's a million dollar question.
When I say million dollars, all the race fees that are going into, this hoping not to get a DNF from from GI stuff.
But like you said, it is the number one cause of DNFs in ultramarathons.
对。
Mhmm.
And it is something very commonly, I think, almost anyone who's been running ultras is gonna experience that.
And if you haven't and you've ran this for years, please contact me because I'd love to to to see what you're doing.
But, you know, regardless of what they're doing, like, what what is the cause for this?
Like, what is the cause for GI issues, and how can people either do things in training or do things in racing or I'm sure it's a matter of both.
Can really help them to prevent those stomach issues.
Because I think, like, is there there's a reason why it's just so hard is because you're not getting energy, and it's also very uncomfortable.
And, you know, you you're slowing down.
So, like, what is that key to avoid those GI issues out there?
And I know it's a very loaded question because it goes so many different areas, but I'm curious to hear
your Yeah.
是的。
Yeah.
So gut issues, there are so many different things that can be causing it.
So I think the first thing I would ask, like, if someone's listening right now and they're like, oh my god.
I have GI issues all the time.
Well, okay.
Are you having GI issues every day too, or is it just in training?
Is it every long run, or is it just after mile 50?
Like, what's going on?
Right?
Because even that kind of is like, okay.
Well because if you're if you're having trouble, like, you know, every single day and you eat and you feel horrible, like, that's a bigger issue.
It's not just like, oh, these things aren't sitting well or whatever.
Also, is it upper GI or lower GI?
Like, often with upper if it's upper GI, that might be more of a hydration issue potentially.
I mean, not always, but often.
That's usually where I'm kind of digging into first.
But but yeah.
So GI issues can be caused by a million different things.
And so often where I'm looking you know?
So, yeah, those are the types of questions I'm asking.
And then if it really is, oh, it's usually just in training and long runs and, like, really long runs and races, that kind of stuff.
It's like so things we wanna consider would be, okay.
Well, did you train the gut?
Did you adequately prepare for your race?
Or, you know, were you using products that have, you know, have been sitting well in training and been working well for you?
Or were you trying something new?
Or were you suddenly deciding to jump on the bandwagon and go, like, over 90% of carbon hour?
Like like, what was going on?
Did you increase or do anything atypical from what you practiced before?
So that's kinda number one.
It's like, did anything change there?
What are the conditions?
So, I mentioned heat, earlier.
So if it's very hot and I mean, we're talking over 70 degrees, so we're not talking that hot.
But and that's where things
start that hot.
It's not that hot, but that's where sometimes things start to go wrong.
So anytime we're exercising, that's gonna divert blood flow away from the gut towards the working muscles.
And, essentially, heat is gonna make that worse.
So it it it leads to kind of some inflammation in the gut lining.
It can, you know, it can make the gut a little bit more permeable.
Like, it can it can lead to, like, delayed gastric emptying.
So the stomach so you're putting something in your stomach, and it's just more slowly getting out of there.
So things kinda sit and, like, get that slushy feeling a little bit.
There are all kinds of things that can happen in the heat.
And it doesn't mean that you have to stop fueling, but you do need to adjust.
Just like if it's extra hot or humid, like, you're not gonna go at the same pace.
Right?
You're gonna adjust your goals.
You're gonna adjust like, do we think about perceived effort or whatever.
Right?
So, you know, maybe we're having smaller, more frequent amounts of fuel.
You know, we're really making sure that hydration is, like, nailed down because that's the other thing.
Like, what else can lead to GI issues if you're dehydrated?
You know, if you're dehydrated and if you're having too little or too much sodium, both of those things.
对。
Yeah.
So there are just, like, so many different things going on with GI stuff.
I'm trying to think what else I'm usually thinking about.
I mean, it could even be like, okay.
I practice taking, I don't know, seventy five grams a carb per hour, but not at the pace that I'm racing at.
Maybe you're going at a much more intense effort pace, you know, you're climbing, whatever the case may be, and you just didn't practice that and you're doing a little too much there, that can be a problem.
If you're taking in, foods that are, you know, quote, real foods versus sports products, those are gonna digest a little bit more slowly.
And especially when you're adding in any fat or protein, those things take more time.
If you're adding more, fructose into the mix, if you're, like, overdoing fructose, you're having lots of fruits and and things like that, like, there could be some issue with actually, back up for a minute to make this make more sense.
So often when we're we're using sports products, we really wanna be using sugars that like, different types of sugars.
So think glucose, usually maltodextrin and fructose because we have different types of transporters, and that's gonna help get more carbs into our bloodstream.
And this is what's allowing us to take in, like, towards 90 grams or even higher.
Right?
So we're not just doing glucose.
We're doing different types.
But if you're kinda overdoing the fructose, that can sometimes wreak some havoc.
I'd say most people aren't doing that so much.
It's usually a hydration issue or doing too much or or maybe some sort of food didn't sit right or the conditions.
If you're at altitude, high altitude, that can sometimes wreak havoc on the gut, and it can you know, maybe your tolerance goes down a little bit.
And, again, you have to just slow everything down, so kinda smaller sips and bites more frequently rather than, like, just taking a huge amount of something.
Caffeine, if you're not used to it, if you're trying different things.
If you're like, oh, I wanna take sodium bicarb.
I'm gonna take ketones, and I'm gonna take, like, you know, caffeine and all this stuff, and you either haven't really nailed down that strategy or maybe you're just not reacting well to it because all those different things can also cause GI distress.
So, yeah, this is a really loaded question.
There are so many directions this can go in, and it really highlights just how individual, like, each case is.
And and, you know, I get so many people coming to me with, you know, chronic GI stuff or just hits and races, and every case has been so different.
You know?
So I actually just wrapped up working with somebody, like, over in and out over multiple years actually, but he came to me.
Like, he didn't have a single long run, an ultra runner.
He couldn't finish a 100 mile race.
He didn't have a single long run where he didn't have to stop to poop multiple times.
哦。
Oh.
You know, he was having all kinds of problem.
He was underweight.
He was severely underfueled.
We know that when you have when you're chronically underfueled, that itself can lead to GI and, like like, gut issues and food intolerances and all kinds of issues in kind of that low energy availability red state.
There are all kinds of health issues that can pop up from that.
So we over because it took a long time.
Again, refueled them, gained weight, did all this stuff, and then kinda started working on all these specific strategies in terms of, like, everyday eating and also the intra workout fueling so that before, during, and after.
He finished I think it was in September he finished I forget which race it was.
Which was oh, because the other one got canceled because of fires or something.
But he finished his 100 mile race, not a single issue, like Wow.
Beautifully.
Like, right out.
It was amazing.
It was so amazing.
So it's like, sometimes these things take a really long time and can be super complicated.
I might even run a stool test on someone.
I do PCR to stool testing, and we might do, a whole supplement protocol.
Other times, like, had a ultra runner come to me be like, every time I get to 50 miles, I start puking.
And I looked at him, like and we looked at his plan, and we're like, oh, wow.
Well, you're not taking it.
You're a super heavy sweater, like crazy heavy sweater.
You're not taking in enough fluids.
Your sodium intake is, like, all over the map.
We're gonna make a clear plan.
And then golden.
Like, that took, like, two seconds.
Like so it's really it's just so like, that's that's those are extreme cases.
Right?
Like, there are lots of people who are in between.
But all to say that everyone who comes to me with these issues and it's that's a frequent because usually when people come to me, it's like, it's either they can't figure it out themselves or they want someone to hold them accountable or whatever.
So I get a lot of these, like, complex gut cases, and everyone's really different.
So sometimes it really is just performance nutrition, and it's a fairly easy fix.
And sometimes it's really complicated and takes a long time.
是的。
Yeah.
当然。
For sure.
And I I love that you put all the different nuances.
Like, I always say, like, a really good coach is someone who can, you know, be in that position where they understand that things are so complex and nuance and Mhmm.
Especially with nutrition because then you're adding in, like, microbiomes and, you know, all this whole other different kind of pieces on there.
So it's it's one of those things that I think is it's really tough to kind of piece together, like, if, you know, once you kind of find into this, because it's not just like, oh, I can't handle taking this amount this certain brand of gel.
It could be the hydration.
It could be the stuff.
There's so much stuff we wanna double click in there.
One thing I do wanna double click in there, because I do think that it is a very hot topic, like you mentioned before, is, like, sodium and electrolytes.
I mean, we're seeing a lot of products with thousand milligrams of sodium and things like that too.
And, you know, obviously, things are getting more prominent with, like, h drops and precision tests, like, with the sweat sodium and stuff like that.
So, obviously, it all and, you know, we've talked about this on the podcast.
Like, finding that sweat sodium number is really interesting.
But do you think that people are overdoing it on the sodium now?
Like, do you think that sodium Yeah.
Overhyped?
Like yeah.
Talk about that because I think some people you know?
I mean and listen.
Like, elements is can be great, but also a thousand milligrams sodium is a lot.
It's like, do we need to be usually be like, talk to us, I guess, about that.
So the sodium Yeah.
You know, this is this is definitely a hot topic.
I've had conversations with other dietitians and other people on my podcast.
I just attended a really awesome all day conference called what was it called?
Field of Play,对。
Field field of play Mhmm.
That a bunch of dietitians put on.
It was awesome.
And and, you know, there were presentations on sodium, and and there's recent research that's come out by Alan McCubbin that's been really great.
And it's kind of all of this together, even for me and what I learned initially, it's kind of been turning everything on its head for me and how I've been talking to athletes.
And I'm still I I'd say a lot of people, even professionals like myself, nutrition professional professionals are getting, like, hung up a little bit on some of these things because it's it's it's not always as clear cut as we think.
Like, some of these recommendations that we're using and, there's this belief that you have to kinda throw sodium into absolutely everything and, you know, that, you know, you're gonna walk around and, you know, every day you should drop, like, you know, an electrolyte tablet into your water because electrolytes are healthy, you know, and this and that and whatever.
It's almost as if, like, like, you can't get them from food, which obviously you can.
You know?
So it's kind of gone to this crazy extreme.
And the the the the woman I talked to, the other dietitian, sports dietitian I talked to, who's with Morton actually, but she works with a lot of athletes all over the world.
And she was explaining how, you know, like, sodium and electrolytes is just not a thing outside of The US.
It's like Mhmm.
It's it's how it's really interesting how obsessed Americans have become with electrolytes and how, you know, observing top athletes and what they're doing and how different it is from how obsessed we all are with electrolytes.
And it was kinda funny.
But all to say, yes, I do think that there is a little bit too much of an emphasis being placed on sodium, which is the principal electrolyte we use in sweat, but not the only one, but in other electrolytes.
Only in that people like, again, they're putting it in their bottle every day, like, regard like, and people who are and and I'm not just talking ultra runners here.
I'm talking about anyone who's active.
Like, you see people who are just maybe, like, you know, they're on their spin bike or they're going for a short run or whatever.
And suddenly, they're just, like, drinking electrolytes all day every day because it's kind of fallen into this, like, wellness category of something you should be doing.
Right?
And and really, like, what does the research say?
Well, you don't need to be doing if you're just kinda hanging around, not doing too much.
And, like like, fluids, yes, very important, obviously.
You wanna be drinking fluids.
And sodium, I'm not trying to downplay the the importance of sodium.
It does have a very important role.
We'll get to that in a minute.
But when I speak to my endurance athletes about hydration, which when I say hydration, I'm including electrolytes in that category.
You know, obviously, we start with, okay, your everyday hydration just like with nutritious like, when we speak about nutrition and kind of performance feeling and everyday feeling.
So the first thing we're doing is, like, looking at kind of foundational stuff of, like, what are you doing every day?
Are you drinking enough every day?
And often, we're using a very not research based equation of taking your body weight divided by two, and that's kinda like a, you know, amount in ounces per day that you should drink, not accounting for sweat losses during exercise.
And, again, that's not research based.
Just something we throw around as a very rough ballpark number.
And, you know, for people kind of reminding them that, you know, all fluids count here.
So it's not play it's not just water or sports drink or whatever.
It's like, are you drinking milk or juice or seltzer or whatever?
You know?
Even coffee or tea.
You know?
That's all fine.

And and so when it comes to the importance of like, I wanna lay a little groundwork here because when we talk about hydration and the importance of that for athletes, really fluid, like carbs, yes, and fluid.
Like, those are, like, the two most important things.
And then sodium comes in, like, why why are electrolytes I I say sodium because it's mostly we're talking about here, but we can say electrolytes.
You know, why are electrolytes even important?
I mean, they're important for improving or maintaining your total water body status, or your plasma sodium concentration.
So that's really important, obviously.
But for athletes specifically, it's only really important when you're losing a large volume of fluid.
对。
Yeah.
And so, like, this con this conference I just attended, we were talking about this subject, and the speaker was saying that once you're losing or turning over, like, five liters of fluid, and that can be in a single event or across multiple training sessions in a day or close together, like, that's really where we're very focused or more focused on sodium and other electrolytes.
But there's another, like, in research that's looking at, okay, once it's like, there's this whole decision tree.
I won't even begin to try to.
I got all caught up in it.
It is complex.
You've seen the tree.
是的。
Yeah.
Okay.
You've seen the tree.
对。
Yeah.
I I was, like, looking at it.
It's in, like, millimoles.
I'm trying to convert to, like, milligrams, and I'm just like, wait a minute.
是的。
Yeah.
对。
Yeah.
没错。
Yeah.
对。
Yeah.
So you've seen the tree.
You know what I'm talking about.
But the whole the kind of what are what are the takeaways?
Like, the takeaway is that it's really over four hours according to this research where, you know, it's it becomes sodium becomes more important.
And, also, it's it's where we're replacing roughly, like, 70% 60 or 70% or higher of our fluid losses.
Because, like, something to think about is, you know well, actually, let me back up again.
Just as so I like to give a little background.
So one thing that I think almost every ultra runner should do assuming that they're okay with wing oh, it just started.
I'm sorry.
One thing I think that all ultras should do, assuming they're comfortable on a scale, is doing a sweat test and meaning, like, a fluid loss test just using, like, a a scale they have at home and, you know, weighing themselves pre and post and all that.
And it's pretty it's pretty self explanatory, but if anyone needs an explanation, I have, like, a little worksheet on my website for free.
But once you do that and you determine and I would recommend doing this multiple times in different conditions because you also wanna know, like, what are my sweat losses gonna be roughly in the conditions I'll be racing in.
And so once you get that amount, we're not we're never trying to replace a 100% of your sweat losses.
And for some people, it's impossible.
Like, I've had clients losing two, even three liters of sweat an hour.
Like, they're just insanely heavy sweaters.
Other people are losing a lot less.
But, like, if you're a really heavy sweater, you're never gonna be replacing.
Like, it is not realistic.
So we're usually trying to replace somewhere in the, yeah, 60 to 90% range, and it'll it'll vary dependent on your lot or how much you're losing and what the conditions are, how long you're out there, all that.
But, again, as I said earlier, the longer you're out there, the more total volume of sweat you're losing and the more you have to replace to stay under that, like, losing a little bit less body weight.
So so when you're replacing roughly, like, 70% of losses, that's when sodium is required according to this research.
And that's really when that's, like, that becomes particularly important.
And so this kind of that definitely kind of caused a little bit of a, I don't know, upward or whatever.
You know, people were again, it's a hot topic.
And people are like, what do you mean you don't need sodium?
And, like but I feel better when I take sodium.
And so, again, like, the things to keep in mind are, like, this is where it's so individual.
Like, how much are you losing in sweat?
Like, are you a really heavy sweater?
I mean, it's not it's also not saying don't include sodium.
Like, if you're running a marathon, you know, some people are out there for four hours, five hours, whatever.
Like, you're out there a long time and you're losing a lot of sweat.
But there it's just saying that when it it becomes particularly important and essential over that four hour mark and when you're replacing more water because, again, the more water you drink, we're trying to maintain our sodium plasma levels.
We don't want to become hyponatremic either when our blood love our blood sodium levels are too low.
That's really not so common in ultra.
It's more in the, like, marathon space, like back of the pack marathon runners who are just, like, guzzling water.
Right?
So yeah.
So I'd say with sodium, people I don't want you to be popping, like, salt pills like candy.
You don't wanna just, like, start just, like, you know, tossing all the salt in everywhere and and you know, because you can overdo it.
You definitely can overdo it, and that can lead to GI issues.
So as with everything, it's so important to individualize.
So the numb the first question is how much sweat do you lose?
Right?
So you wanna figure that out for yourself and how does that vary across different conditions.
Keep in mind if you are going at higher intensity, like, you are racing in a higher intensity, whatever, like, you are going to sweat more.
Right?
If it's hotter, you will sweat more.
So keep those things in mind.
If you want with sodium, there is, like, a very generic starting point.
Usually, most people are saying, like, roughly three hundred to six hundred milligrams per hour.
I personally don't use per hour goals with sodium because you always wanna think about sodium.
Well, there's a caveat there.
So everyone has to think about sodium tied with fluid.
Like, those cannot be separated ever.
Okay?
So if you do the three hundred six hundred milligram per hour and you have a clear fluid goal per hour and that makes sense or whatever whatever your number, then fine.
I don't care.
Do it per hour.
But whenever I talk about sodium with people, I'm usually talking about milligrams per liter because sodium, we often wanna think about as a concentration.
And if you get your sweat sodium levels tested, like, whether it's a patch or, yeah, the h drop, nicks, precision, whatever it may be, Not always, but often you'll get it delivered in a milligram per liter format.
And so then it's like, well, how much of the salt do you replace then?
You know?
So it's like, it's this whole you have to, like and it also depends on what test you do and how accurate is it.
And, yeah, it's it's so complicated.
And the research, like, we're still we're we're still learning more.
Right?
And so, yeah, I would say that, like, that's a starting point, that three hundred to six hundred milligrams, especially if you're in that kind of one to three hour range at a more moderate level.
And if you're doing kind of, like, four hours or more or it's hot or humid, like, maybe we're we're going up for that.
Maybe it's more like five hundred to fifty nine milligrams per liter, but really depends on how much sweat you're losing.
Right?
So we, again, we always have to kinda go back and individualize that.
And with Ultra Marathon, like, there's no, like, set amount, like, for ultras.
You should have this.
You know, it's just again, it's all individualized to the person and what's going on.
So so yeah.
So I don't know.
I actually pulled a a little a quote from the recent McCubbin review, and he said, sodium intake during exercise does not appear to influence performance unless it also results in a more optimal fluid intake.
So all to say, like, I think the takeaway here is sodium itself is not a separate strategy.
Like, again, you have to think about it as going hand in hand with fluid consumption and what those things do together.
Also, like, yeah, people people have this idea that I need to add more salt or more electrolytes as benefiting performance, and that's not really the correct way of thinking about it.
And you can overdo it.
So so, yeah, kinda going back.
Okay.
Well, how do we use sodium?
Well, you know, in terms of before a long run, like, let's say you are a really heavy sweater and or it's gonna be hot and humid, you're doing long effort, whatever.
Like, I often have people drink sports drink with their breakfast or whatever they're doing if it gets them to drink more, if it gets more carbs in.
I'm usually not having people drink, like, a low carb electrolyte drink before.
Like, we wanna get those carbs in.
So it's usually, like, a multitasking kind of strategy.
So we can do that if that's beneficial to the person.
Usually on race day, I'm almost always having someone do, like, a sports drink.
But, again, nothing insane.
Like, we're not having them take, like, a thousand, you know, or fifteen hundred milligrams.
I mean, there are hyperhydration strategies, but I'm not for my clientele, most people are not advanced enough to be doing that.
But that's a much more advanced technique, and it may backwire.
So, yeah, so we might be doing, like you know, maybe it's more like five hundred or six hundred milligrams of sodium, and you're getting a bunch of carbs in that kind of thing.
And then during, obviously, we're really making sure that's individualized to what's going on.
Any sports drink that's flavored, again, a lot of people in ultra marathon are often using it as kind of that foundational, like, this is how I get my carbs in, and I'm getting sodium in.
Some people like to separate the two.
So there's not, like, one strategy is the right way.
Like, if you if you would rather keep your carbs and your electrolytes separate, like, I have had clients who choose not a zero gram, you know, kinda drink.
Like, Element, I think, has no carbs.
对。
Mhmm.
I'm pretty sure.
But, you know, whether it's, like, precision or even scratch is not that high carb.
It's, like, 20, you know, versus, like, the high carb drinks.
Right?
So you could choose one that's not too high in carbohydrate.
And that way, if you want to kind of increase or you know?
Because because we have to have some flexibility.
This is where the this is where ultra ultra marathon with nutrition can become tricky because you're out there for so long.
You might be in a race where it is freezing cold and dark and whatever, and then it's hot as fucking hell, And you have to have two different hydration strategies for those things.
And so it might not work to be having, like, some high carb solution and being tight.
Like, you might need more fluid or less fluid or whatever.
So you do need, like, we wanna create a plan that's simple yet flexible.
So we have to have flexibility in there.
So that's where sometimes people want to like, maybe high carb isn't great, or maybe you're using, like, a high carb solution at night when you don't wanna eat, and that's how you're getting things in.
You know?
So it's important to kinda be able to mix things up from that regard.
对。
Yeah.
And then and then in terms of after exercise, sodium can be helpful to rehydrate and to kind of keep those fluids in.
That said, if you're able to just eat a meal that has salt in it, then maybe you don't need to have, you know, an electrolyte beverage.
So, you know, remembering that we can get you know, you can salt your food.
You can get potassium and other, you know, things from food.
So I think people are really overdoing it because it's a little bit trendy right now to kinda be putting all these little packets of whatever in your drink.
And the marketing is really strong.
And I swear to god, like, you were just in an airport.
I you're like, you roam around airports.
They're like 20 different electrolyte drinks.
I'm like, I'm sorry.
Like, who is walking through the airport?
I mean, okay.
I will say I have I'd have definitely like, on my flight long flight to Portugal, I definitely put, what was it, the Tailwind rapid hydration.
I dump one of those in my things.
I was like, I know I'm not hydrating enough.
Like, whatever.
This just tastes good.
Fine.
But, like, for the most part, most people don't really need to be doing that kind of stuff.
是的。
So Yeah.
对。
Yeah.
对。
Yeah.
确实。
For sure.
And I love that you like backing up with, like, the science and everything and then also just bringing the individual individualization piece again with it too.
But, yeah, like, that McCombin research is, like, really I mean, even so from the standpoint, it says, like, if you have, like, a sweat sodium rate, I think if you convert the millimoles per liter to milligrams, like, somewhere, like, 600.
Like, if it's somewhere around, like, less than, I think, like, 700 somewhere around, like, that low range.
Like, you don't have to be precise.
You just season the taste, which is, like, crazy.
You know?
是的。
Yeah.
对。
Yeah.
没错。
Yeah.
当然。
Yeah.
Again, like, he's not saying drink plain water.
对。
Right.
He's saying to include it just to be clear.
But it it it very much goes against some of what I initially learned or believed, when I was early in my career.
I mean, I've a sports station for eleven years.
So so, yeah, it's it's really interesting kind of.
And I feel like I'm a little slow to kinda catch up to some of this stuff because, like, some of his other research isn't that new.
But this review that came out, I think, literally just came out a month ago or something.
Hey, everybody.
Real quick.
I always get asked all the time.
What do you do if you have to go number two when you're out on a trail run or in the middle of race?
And I always say be prepared.
And my favorite way to be prepared is to take a pack of Bear Butt Wipes with me.
Bear Butt
Bear Butt Wipes is individually wrapped wipes with no BS ingredients, all natural and sustainable ingredients that are biodegradable to help you not only be prepared to use that wipe if you need to go number two on a run, but also they're individually packed so they don't take up so much space in your pack.
So I've been using this on every single training run and every single race over the past year, and it is an amazing product.

Let's get back in the episode.
是的。
Yeah.
It's really, really huge.
And it is so interesting because I'll never forget this.
I was on a run with two of my friends, and we were talking about our sweat sodium concentrations.
Funny conversation, I guess, to have.
Like, only an ultra runner would.
And three of us, so we're like so one of my friends, he's like, yeah.
Like he's like, mine is, like, two thousand milligrams, like, per liter.
And I was like Wow.
Very high.
And then I was like, oh, I'm, a thousand.
And then our other friend, she was like, yeah.
Like, I'm 600.
And, like, that, like, hit me because I was like, wow.
If you gave us all the same sodium tests, like, only one of us or same sodium amounts, probably only one of us are gonna be beneficial for that, and the other two are gonna be either taking too much or too little.
And it's, like, so important to look at that specificity on there too.
And I think that's one thing where, you know you know, we could look at carbs per hour, which I never wanna talk about too and stuff.
对。
Yeah.
是的。
Yeah.
We'll get there.
In the middle
of that, which I guess we can just divert because I love, like, talking about kind of these flashy things.
We're talking about high electrolytes.
The other flashy thing is high carb.
Let's talk about that one.
Right?
Because that one, I think I think 2025 was the year of high carb.
没错。
And Yes.
So curious to hear your take.
Curious to hear, like, what you think about it and just, you know, maybe how you work with some of your athletes on that.
Like, just just tell all, please.
是的。
Yeah.
对。
Yeah.
So, I mean, I get it.
I I think that a lot of runners are watching these super inspiring performances, you know, whether it's Dave Roche, whoever, you know, like and they're seeing these crazy high carb mounts come out.
I mean, obviously, like, ultra running is a little late to the game.
Like, cyclists and people would take for
a while.
Someone in a cycling did, like, take, like, a 180 per hour, and I was
like, oh, I'm like,
I was like, we are behind these guys too.
Like, what the heck?
是的。
Yeah.
But but okay.
But, again, like, if we're looking at Tour de France cyclists or whoever you know, some professional cyclists, and even if we were all cyclists in this this community, like but, yeah, taking, like, David what David Roche does and then trying to apply it to us, does that even make sense?
No.
It doesn't make sense.
Like, you're not, like, you're not running at that same intensity.
Like, you're not burning through carbs at that same, you know, pace.
Like so I think just from the the standpoint of like, again, I understand.
Like, we're watching these really impressive performances, and it's really inspiring.
You're like, oh, cool.
I wanna do this too.
But, like, does that even make sense for you?
Like, is it necessary, and will you even tolerate it?
Like, maybe not.
Right?
I mean, obviously, the higher you gram per hour with carb you go, the higher risk for GI distress.
And but I think even, like, putting a pin in that for a minute, one of the things I mentioned before we started recording is I feel like it's almost a little bit of distraction.
Like like, don't get me wrong.
I am all for carbs.
I have been, like like, trying to get people to eat more carbs for a million years, and people are excited about carbs.
Like, music to my ears.
Okay?
没错。
So yes.
对。
Yes.
对。
Yes.
And and it's really not for everyone.
And when we talk about recreational athletes, there are, I mean, a huge number of those people.
Like, I'd say the people who come to me, very few people are are asking me about high carbs.
I have a few in my membership.
没错。
Definitely.
I literally just had this discussion yesterday with someone who was saying, have a really strong stomach, 75 gram an ultra runner.
75 grams per hour is going great.
Should I go up to 90 or even higher?
Like, ask about the high carb.
And this is what I told her.
I was like, well, my first question is, what is your everyday intake of carb like?
Because this is a shiny object as far as I'm concerned.
Even though it's carb, not like a, you know, sodium bicarb or something like that or ketones or whatever.
Like, we have to nail our foundational stuff first before we're pushing even higher.
Like, if you're doing seventy five grams an hour, that's within our guidelines.
Like, what are our guidelines for anything two and a half to five hours ish?
You know, it's it's sixty to ninety gram plus, maybe up to one hundred and twenty.
And then once we get even further beyond five hours and above, then it's really sixty to ninety grams for the most part and maybe a little higher.
Like, we see some elites doing, like, 90 to 100.
And, yes, there will be the outliers, like, David.
Just a It tastes higher than that.
But for the like, most of leads I'd say aren't really doing too much more than that.
So so yeah.
So I was I was asking.
I'm like, I wanna make sure, like, are you having like, for most ultra runners, like, we're aiming for at least six grams per kilogram per day of carbs per body you know, per kilogram of body weight.
Like, are you doing at least that?
Most people are not.
是的。
Yeah.
Most people are not.
At least, again, at least the population I get.
But I've I've seen some research out there and talking to other dietitians, and almost every other sports dietitian who works with endurance athletes will tell you that no one is eating enough carbohydrate.
You might think you are, right, if we're talking about performance, but, you know, it it's you have to, like, be really thoughtful about getting in that much carbohydrate per day.
Like, you have to work at it.
It's not like, oh, hey.
I'm gonna have, like, two slices of toast with my eggs.
不行。
No.
Like, that's not gonna cut it.
It's not even close.
You know?
So I'd say that's something that's like a huge gap in most people's everyday diet.
So when someone comes to me asking about high carb, I'm like, no.
Like, first of all, it might be inappropriate for you.
Second, what's gonna improve performance is in your recovery and, like, a million other things is if we actually get the carbs you need in your everyday diet first, then we can talk about that other stuff.
But as long as, like, you're in that rough range of, like, yeah, are you in roughly that 60 to 90 gram carb range?
Like, I have a lot of people who aren't even there.
Like, we're lucky if we get 60 grams.
Some people aren't even doing 40 grams.
You know?
So so, like, whenever I personally work with someone, and I'd say most other nutrition professionals do this, like, we're not diving right into how many grams of carbs per hour you're taking in when we start working with you.
We're assessing your everyday diet, all the foundational stuff because that's gonna make a huge difference in how you feel and perform every day and in training and in racing.
Right?
So we wanna kinda nail down all that stuff first.
And it's not just carbs.
Obviously, we're looking at all the nutrients, and are you eating enough overall?
Are you eating consistently?
Like, what's going on there?
But, yeah, in terms of high carb feeling, I mean, of course, you can experiment.
Like, nutrition is all about n of one.
Right?
Go for it.
Like, if you feel like, yes.
I've really nailed my everyday stuff.
I'm doing a good job with that.
I have a pretty strong stomach, and I am only taking, like like, maybe just I would do it really slowly.
I wouldn't, like, go from 75 to, like, a 100 or something.
Like, maybe you're 75 to, like, 85 or whatever.
You know, you're keeping the pace nice and easy.
You know?
Hopefully, it's not, like, hot as hell because that will obviously make things a little harder.
And I guess also, like, what is your goal?
Like, is your goal to be faster?
Is your goal are you just just curious?
Like, I always ask, like, why with this kind of stuff?
But but, yeah, I mean, go for it.
If you wanna do that, like, by all means, you might wanna also be careful with what sources you're using.
So, obviously, remember that if you're having real foods, like, 90 grams of carb from, like, solid like, hopefully, you're not doing all solid foods.
Hopefully, it's a combination of, like, sports nutrition or maybe it's mostly sports nutrition with a little bit of food, but just keep that in mind because that's kind of a lot.
And you might find that, hey.
This is cool for, like, a few hours, but if you're planning to do a 100 miler or something, like, that's a long time to be keeping that up.
So you have to also be forward thinking and and, you know, again, it just might not be appropriate depending on who you are.
对。
Yeah.
And I I do like that you talk about, like, the the everyday stuff behind that too.
So we to to recap that too, like, if someone is getting in the right amount or I should say right in the guidelines of, like, what they should be getting on a per hour basis, they should look at how much they're getting carbs in from a day to day before they start to increase that amount assuming that, like, that was that kind of the recommendation here?
Well, yeah.
Well, yes and no.
I I would say if someone's already in range, meaning Yep.
You're taking between sixty to ninety grams an hour, you're you're feeling good, like energy levers are good, like, you're just kinda curious.
Like, I want you to, yeah, I want you to investigate your everyday and see if there are any improvements you can make there first before pushing that a little bit higher.
You know, you can and I say every day.
That's also including, like, what are you doing before the workout?
What are you doing after the workout?
Like, are you getting in enough carbohydrates before?
Are you having a carb rich dinner the night before your long run?
Are you maybe you're even practicing a mini carb load the day before.
You know?
So, like, if your breakfast is really lacking in carbohydrate or you're just not getting enough in, like, I would almost play with that first.
I mean, I would definitely play with that first if you're not getting enough, but that's a really big area.
That's important.
So there there are lots of other things to look at.
And I think just because of all the the noise surrounding high carb and all the marketing surrounding high carb and articles around it, it's it's people are very distracted about by it.
So it's not to say that it's bad or wrong or you shouldn't try it.
It's just like, well, that it's just kind of like the argument with supplements.
Like, should you be doing supplementation if you can't nail your basics?
不是。
No.
不是。
No.
So that that's all I'm saying.
But I would say, let's say somebody like, a different scenario.
And this is another common one I get.
Someone is only doing forty grams an hour.
Like, they're not where they need to be, And they're also not getting enough carbs in per day.
We might work on those two things simultaneously.
You know?
Because if they're still training, I'll be like, okay.
Cool.
Like, I want you like, we're gonna work on very slowly.
Any change you make, always do it very slowly.
Whenever you're adding carbs to the diet in the everyday, you wanna add more fluid because carbs hold onto water in the body.
So we're very slowly increasing in in, you know, the everyday diet, and we're very slowly increasing in long runs and other training.
Maybe they're even adding more to shorter runs that maybe they wouldn't normally feel or something.
So so, yeah, it's not to say that you always have to do it separately.
It was more just that person who might already be kind of in a good range and feeling good.
是的。
Yeah.
That's a really, really good piece of advice to look at too.
And I I love that you also bring it to the day to day life and not just looking at just the overall nutrition of what they're getting in a race and then also even just, again, seeing it as, a multifactorial thing.
I'm just looking through everything.
And and thinking of the basics.
Right?
Like, I mean, it's the same thing with Ultra training.
When we talk about training, you know, for this.
We see things like these sexy workouts or, you know, doing weighted breath training.
And it's like, well, if we're not doing, like, the fundamental volume building, like, we can't do the speed work.
And, you know, if we're not doing the traditional speed work, we probably shouldn't be doing enough pill.
So a lot of this stuff, like, comes back in the same rep thing, which I think is really, really important.
A question that we were talking about beforehand too, because it's something actually that's come up a lot commonly with my athletes is, you know, a lot of listeners here, a lot of people in the EVERYDAYULTRA team, it sounds like a lot of your clients do.
EVERYDAYULTRA is very busy people, right, whether they have jobs, families, kids, all that kind of stuff.
And even for me, like, also too, like, running my own business, like, I find that I've had to create systems for myself to be able to make sure that I am eating because left to my own devices, I would just, you know, barrel through the day and then realize that I barely I've all I've had was, like, a piece of toast and, you
know Totally.
Or something.
Right?
So what would be your biggest suggestion for someone who's listening who's like, okay.
I'm committed.
I want to get more carbohydrates, but I really struggle with my busy schedule to get in food for the day or get in the cars or getting that amount.
It's like, what is your, like, biggest piece of advice for that person or maybe a system that they can set up to to make it a lot more accessible for them?
是的。
Yeah.
So the person you describe is clearly ready to prioritize it.
And the only thing I'd add to that and and, again, we talked a little bit about this before is that I get a lot of people who are not prioritizing fueling, and they're really busy, and they're making time for training, but nutrition always takes the back seat.
And so to those people, I really need to give them some tough love and explain, like, you cannot train the way you're training as an ultra runner, so you are putting in crazy number of hours.
You cannot do that if you do not put thought into your your your nutrition.
You are not this is not gonna be a sustainable sport.
If you love your sport and you want to remain uninjured and you care about performance and you wanna have fun and all the cool things, like, you have to think about nutrition.
It is essential.
It is just as important as your training.
So that's just one thing I have to get out there because it's a really important message.
And I get it.
Like, I get back from a run, and I'm like, oh, I have to check my emails.
And then you get sucked into emails and, like, you know, I don't know.
Whatever.
Life happens.
Right?
And it's making a very conscientious decision to be like, nope.
Fueling times.
And it's hard for me too, and I'm a dietitian.
So believe me, I get it.
But, yeah, in terms of, okay.
Well, how do we make this happen?
I'm really busy.
Yeah.
I'd say embrace all the shortcuts that you possibly can.
Like, if you have time to meal prep and cook things and do all that, amazing.
Awesome.
If that's not possible on a certain day or week, then, I mean, fed is best for adults too.
It's not just about babies.
Right?
Like like, a barb, make a quick shake, like, you know, heat up a convenience meal.
Like, if that's what you have to do, you know, sometimes people get so caught up in, like, the perfect choice or the healthy choice or whatever you wanna think about.
But believe me, not doing anything is far more harmful to your body than having a frozen meal or whatever, you know, whatever it is.
Not to say that I want you to only eat ultra processed foods, like, obviously, no.
But I think it's it's important to have kind of this you know, like, when you grocery shop and when you have things in your house, like, you wanna have a variety of things ranging from whole foods that you can prepare and take time, blah blah blah, whatever, and you wanna have a freezer and pantry full of stuff you can grab really fast and heat up or eat or whatever.
You know?
Like, you have to have a variety of those things because there will be days where you have zero minutes to do something, and there will be days that you have maybe thirty minutes.
Like, this week, for whatever reason, I had time to, like, make all kinds of cool food that I have leftovers, and it's awesome.
And there have been other weeks where I can, like, barely scrounge together, like, anything.
You know?
So so I think really planning ahead is really important.
I personally I have two young kids, and I like, my you know, after talking to everyone about nutrition all day, like, I swear to god, like, answering the what's for dinner question makes me wanna, like, blow my brains out.
Like, I just, like, can't.
I can't, like, think about what I'm gonna eat.
I just can't take it.
Like, I love food, but I'm just like, oh my god.
I can't.
I don't enjoy cooking.
So I
have I know.
And this is, like, not surprising.
But if I do not plan out my dinners for the week, it's just like, I'm gonna it's gonna reach 5PM, and I'm just gonna like, panicked.
You know?
I'm like, oh my god.
You know?
So, like, I honestly and I literally just wrote a whole blog post on this.
I sometimes use chat GPT to be like Mhmm.
Like, to be like, hey.
This is everything I have in my fridge, freezer, and pantry.
I need you know, this is roughly what I wanna eat, you know you know, include like, I have a whole script that I basically put in.
Obviously, chat like, never use AI as a nutrition expert or to get, like, true health medical advice, anything like that.
Like, that's not okay.
However, if you give it lots of inputs and really good feedback, you can use it to make suggestions about, like, like, you have zero brainpower and you're just like, deliver this.
You know?
