Scott has been inundated since the UTMB wins, so we are stepping in.
We're excited to dive in.
We'll get through as many of these questions as we can, but some might have to be saved for the next episode.
Quickly, a little housekeeping.
We wanted to talk about Reddit.
Our forum has moved off our website and is now fully on Reddit.

欢迎你,Mark。
Welcome, Mark.
I hope you're having a great day.
Thanks for being here.
Thanks.
It's good to be here.
I'm excited to dive into some of these questions.
We've got quite a stacked agenda here if we get through them all.
We really do.
I think it's over seven pages at this point on our shared doc.
So I'm going to jump right in and ask you the first congratulations on your amazing trail running season, UTMB, TransCanaria, Western States.
You've ticked the icons.
I know that was towards Scott and to the whole team, so thank you.
I followed you since the uphill athlete days and have one question in your recent training for these ultras.
You've emphasized ME workouts, treadmill slash long hikes with percentage of body weight, and they're becoming well known.
How do you now see your classic based ME sessions?
Do they still transfer as much, or do you prioritize weighted runs slash hikes?
What key differences do you feel between both approaches?
I feel like the gym based ME workouts are harder on my legs than the other.
Mark, take it away.
Yeah, this is a good question.
It's a little bit goal based so I read it a little differently depending on what somebody's specific goals are but if we're talking about I think this question is probably oriented towards sort of hilly ultra running based on the intro so that's the context.
I think about a couple of things when I'm comparing gym based ME versus well, think of it as hiking based ME or outdoor ME.
One, kind of independent of how they transfer or how much I like one versus the other is just a logistical approach like I have some athletes that have really great terrain to affect the outdoor ME and you know, they get really good results from that and of course, we work with a ton of athletes that don't have any terrain to work with and they're just doing it strictly on machines.
So, some of it's just logistical like what do you have access to and what's gonna be the most bang for your buck.
So some of those athletes might lean a little more towards the gym based ones just because that's gonna be more bang for their buck than doing an outdoor ME in suboptimal terrain where they're not getting good results.
So, that's the first thing.
Moving on to kind of what more the questions digging in if you have all things being equal, I think always the workout that is more specific is going to see a better percentage of transfer.
You know, if you have terrain that's much like the terrain you're gonna encounter in your goal course, then I'm a huge fan of doing it outdoors.
You know, I've had a lot of luck with that.
What I have seen work well for folks if you have the time is the first iteration where you're doing, you know, eight or ten or twelve weeks of ME, you can do a gym based ME and then the second iteration which would be the last one in the run up to your goal, you can do the more specific outdoor or treadmill based ME.
And that can be the best of both worlds because you get some of the early adaptations from the less specific one and then the very specific adaptations for the goal at hand.
Yeah, have you seen one versus the other with some of your athletes being better?
No, I wouldn't say better.
I think just like you said, depending on how much time you have to train, it's great to do both.
It's great to build that muscular strength in the gym in that ME workout and then take it to the trail, especially if you're training for ultra runs.
You know, getting a weight vest on and running uphill, think, is one of the most specific things you can do, and that's what we've been using a lot for for those running ME workouts.
But both are fantastic workouts and if you've listened to Scott talk on recent podcasts, I mean, he'll say, like, there's so many ways you can get an effective muscular endurance workout.
So like Mark was saying, whatever you have access to and availability and background, it's all great.
没错。
Yeah.
The one other little thing that I think is an important nuance here is just being ready for the downhilling in these big ultras, right, is huge obviously.
And if you don't have any terrain to work with that's helpful in that regard and you're doing the ME workouts only on machines which is only up, you're putting yourself at risk for some of that readiness from an eccentric loading perspective for the down.
And I do think a good old fashioned quad thrashing from gym based ME is probably gonna help your cause for that eccentric loading.
Think that's an important point for somebody that's targeting a really hilly ultra that doesn't have good terrain to prepare for the downs and just the reality of how hard that they might want to lean into a gym based ME and it doesn't take a ton of stimuli like I have had a couple of athletes still do a gym based ME one week, and then they'll alternate with a treadmill based ME the next week, and they'll flip back and forth.
是的。
Yeah.
And that can help.
That can help or just even doing like a high amount of step downs after you get off the treadmill or stairmaster is another way I programmed that to make sure we're getting some eccentric loading because yeah you've got to get the down all those thrashes I think more people they realize.
没错, definitely。
Yeah for sure.
Let's jump into the next one.
This is a fairly lengthy question from a gentleman, 40 years old, relatively fit, has a cycling and triathlon background, and he describes his training history here.
But long story short, his question is this, I'd like to do an 85 kilometer with I'm taking this to be 5,500 feet of vertical gain loss eleven months with a very gradual increase in running volume while keeping cycling as the main component not only to support the race but as a lifelong way to build and sustain general capacity.
How should I structure the ideal integration of cycling and running in three to four runs per week?
This person likes to work on fourteen day blocks to reach the required level of fitness for ultra trail running while using cycling to keep building general capacity.
I don't want to reach the highest of mileage.
Should I focus on shorter runs with more frequency or less frequent and longer?
And this is a I think the last part is good general question.
Maya,
Do you have thoughts on this Maya?
是的。
Yeah.
So I would say this is a great amount of time to really start thinking about this.
I'm glad you're giving yourself nearly a year.
It's an interesting keeping cycling in, think it's a great way to start.
It's an awesome way to build your aerobic base.
It's a good way to get volume without the impact of running.
What I would start doing pretty soon though is doing a lot of easier runs but longer.
Like just start building time on feet.
Some of this could be hiking.
I know you mentioned that in your email as well, like planning on doing some hiking.
I think that's a great way to start just integrating that time on feet and that loading.
As you get closer to your race though, you definitely want to spend more time doing longer runs.
I would probably emphasize at least one pretty decently long run a month as you work up your mileage, not a month, a week, and maybe a super duper long run once a month.
Then I would focus on some of those shorter runs being some of that threshold work, some of that pace based work, and then keeping cycling in as a way to just sustain overall aerobic volume and recovery.
But you would ideally scale back some of that cycling maybe, think, I don't know, twelve, sixteen weeks out just to make sure your body can handle the stress of an 85 kilometer race because that's pretty long race.
And you want to be able to just like not have knee issues or ankle issues or any sort of joint issues as you train for that.
Mark, what do you think?
Did I miss any key points?
没有。
No.
I think that's I think that's spot on.
In general, I'm forced to choose with an athlete, I would choose frequency over less frequent and longer.
Course, I don't like to choose.
Like to have your cake and eat it too.
I would definitely try and get you talking about a three to four week, three to four times per week running schedule.
I would definitely lean towards at least four in that.
I think three times a week running schedule would be a bit of an ask for an 85 k ultra run.
I would definitely like to see this athlete in the months prior you know kind of in the later specificity phase.
Yeah get a couple of big runs under their belt.
If not, maybe you know even at this distance I think like a couple of back to back weekends where they're covering close
to somewhere
in 60 to 80 ks over a two day timeframe.
You know obviously not super close to the race but you know four weeks out, eight weeks out like a couple of those I think be really useful and this athlete also asked about some different coaching options that are more affordable that might benefit them.
I think this kind of athlete would really benefit from maybe a paid phone consult.
Fabio wrote This this would be a good paid phone consult question where you could really dig into some of the nuances for this specific athlete and their lack of you don't have a lot of terrain.
They mentioned they have a tall building with stairs which I'm actually a huge fan of if you don't have outdoor terrain.
Stairs are kind of ruthless so they really can be useful if you can work that at least once a week into your schedule.
Yeah definitely get some burt in at least once a week if you're in a flat area if not twice.
And you could use one of those harder threshold sessions on the stairs kind of incorporating that muscular endurance as one of your on feet hard workouts.
I'd probably be efficient with it.
没错。
Yeah.
Definitely a phone call though.
That's just for anyone listening.
If you want to talk to a coach, we have pretty affordable phone calls.
I think it's $60 for thirty minutes and you can dive into all of your details and training history that we can't get we can't get to on the Ask Evoke podcast.
You can schedule one of those on our website.
Awesome.
Let's see, next question.
Towards the beginning of a run, I can maintain a much lower effort Okay.
I can maintain a much lower effort level level heart rate running uphill.
Towards the middle or end of my run, my heart rate immediately spikes as if I start running uphill even at the same intensity and steepness, etcetera.
What should I prioritize to increase my ability to run uphill at the end of runs?
Is this as simple as building durability through muscular endurance workouts or otherwise?
Thanks for always for the amazing work you do and congrats on the successful UTMB.
Thanks John.
Mark, what do you think?
What would you have this athlete work on?
There's a couple of potential things.
I don't know that it's the cause by any means, but I would definitely double check the sort of level that your intensity level that you're working at in these runs.
You know, there's always a possibility here that you've maybe overestimated your aerobic threshold a little bit and are just working a little too hot and you're burning through glycogen and that's where you're starting to see what I would describe as heart rate drift instead of heart rate spikes just because you're just a little bit out of your pay grade, that's potential.
Some people just genetically and because of their training history potentially just don't have as good economy running uphill as they do on flats or downhill.
Know, we're all built differently so that could also be the case.
In that second case then yes, I would say maybe not as simple but certainly some ME work would be a great training intervention here and there might be a little trial and error here for this athlete.
This could be just a greater volume issue and just building a bigger base but certainly, I think this would be a good place to try some Emmy work.
I also really like uphill sprint work for some of these kind of athletes and just trying to create some of that explosive power.
And in general, those tend to have a fairly low sort of global drain from a recovery perspective.
So, I think you can be a little more liberal about sprinkling them in.
So, you know, I don't like to change too many things at once in somebody's training but over the course of time, certainly would encourage this athlete to, yeah, to put in some Emmy workout for sure, but also maybe some simple just, you know, six by ten seconds or six by fifteen seconds uphill sprints.
Think it'd Yeah.
Be What about you?
对。
Yeah.
I think this is a strength problem if it's not like Mark said, a drift problem.
I think power could be a big thing with hill sprints just like you were saying, even if you're not even strength training, we have so many runners who come to us who don't strength train at all.
If you have never strength trained, do that before you start a muscular endurance progression.
Build some of that.
I think a lot of the time we see limitations in the legs and there's fatigue buildup and muscular endurance will help with that.
But if you've never done any lifting, never done hill sprints, on the power end first before introducing that muscular endurance work.
Muscular endurance is more effective if you have a good base of strength training before.
Yeah, 100%.
对。
Yeah.
Much more effective.
Great question though.
Okay, let's see.
What are we on to number four here?
Think we're on to number four.
Is from Drew.
I've been doing a fair amount of weighted uphill zone two work for the last few months.
Sounds great.
At about 20% body weight and working at a pace that keeps me below my aerobic threshold, is it better to do this on actual stairs and include the walk back down for some eccentric loading?
Realizing that there will be less overall vertical gain in a training session or should I do on a stair machine in the gym to maximize vertical gain?
Yeah, this is one we That's a great question.
Yeah, this is one we get some flavor of this a lot with athletes who don't have lots
没错。
Yeah.
关于
Of
So what's your take here?
My take on this?
Oh, I would say, I mean, I would lean probably towards doing more stair work than anything depending what your goal is.
Right?
If you know you're not getting anywhere near the vert you want to be getting for your goal, then, yeah, you might need to just spend some time on the StairMaster.
But what I'd probably do is for your aerobic days, probably do them in the stairs because you're right.
You want that eccentric loading.
And then I do your intensity on the StairMaster.
Make a really specific workout.
You'll get more vert in anyways because you're going at a higher intensity, and it's really specific.
But just general hiking.
I mean, you're mimicking being outside.
Right?
And there's always a down.
So that's probably what I would recommend, but it sounds like you have a great base, aerobic base and strength base to handle that.
Mark, what do you think?
是的。
Yeah.
If I'm If I'm forced to choose one or the other
You're forced to choose.
I've had a lot of success with folks with stairs.
It's been a learning point for me honestly in my coaching journey that you know and I'm not talking about people that have you know 50 flights of stairs you know people that have multiple flights but more modest.
Like to have a knee jerk reaction and be like, Oh, you're only going up six flights at a time.
That's a waste of time, but it's not and I think it's because it's obviously very specific on the up but then you're getting the benefit of the eccentric on the down and then just repeating.
I'm not afraid to have athletes do a lot of work on stairs and yeah, you'll get less total vertical on paper but in reality, the vertical that you're getting on the stairs is such high quality.
I don't really see that as a negative.
You're taking care of the eccentric portion which is huge as we've already mentioned briefly that can be debilitating for people if they're not ready for it.
But of course, you know, many, many athletes that we work with have access to both, you know because the gym machines are pretty easy to come by.
If you don't own one, you can join a facility that has one.
So, yeah, I very much will program both into the training.
I think they both have their place and I also think that obviously they both can be kind of boring in their own way and at least you're mixing it up a little bit.
And we can argue all day about the or not argue but bat around the ideas of training optimization but you know if the athlete's unwilling to do the workout because it's so painfully boring then none of the other stuff matters you know.
So, I'm a huge fan of mixing these up and you kind of get the best of both worlds.
And even like on a Saturday, Sunday if an athlete has time, you can know, kinda do a fairly rigorous stair workout on the Saturday and then do a kind of
一个
a
less abusive, but, you know, maximum vertical gain, you know, machine workout on the Sunday.
对的。
Mhmm.
Switching between, like, StairMaster and treadmill.
I do that if you get really bored.
But some people like to walk into a show and just hike away.
So Yeah.
Or a podge.
对。
Yeah.
Our next question is from Bertram, and they're planning to do their first marathon in three hours.
That's awesome.
They think they have aerobic deficiency syndrome, which means they need to build up their aerobic base fast.
The question is, what is more most efficient way to build aerobic base?
Biking, running, or swimming.
I've been struggling with injuries when trying to build up my running volume.
That's why I think mixing with some biking and swimming would do well.
What do you think?
Great question.
Mark, what do you think?
What would you have them do?
对。
Yeah.
There's a lot of lot of rabbit holes with this one honestly first.
Oh yeah.
And you know for the listeners that aren't seeing the video fast is in capital letters.
I need to build it fast.
Sounds like they might need to move their marathon.
I don't know.
If you don't have a lot of time, not rush this training.
对。
Yeah.
We don't have information on is this marathon two weeks from now or a year from now.
But I think there's some good take homes that we can touch on here for just general concepts, right?
Aerobic base can be built.
It is not one of the things that tends to respond super quickly physiologically.
You know, it takes a certain time to ramp, but you can improve it.
I try not to think of folks as having black or white aerobic deficiency syndrome or not.
I just try to think of it as like you have a goal that requires kind of a robust aerobic capacity.
Maybe yours is not that amazing at the moment.
You would like it to be better.
We're all in that continuum somewhere.
没错。
For sure.
So, job one with training in general but especially if you're trying to ramp is to stay healthy like that's just this kind of north star guiding light for us and our athletes is if you're not staying uninjured, you know you're always going to struggle then you're going to reset and you're just kind of you know churning in your own snowball effect the wrong direction.
So, non impact modalities like running or like biking and swimming are awesome for that because you can put in big volumes and tend to not get injured and that's why you see high level elite cyclists and triathletes and they do phenomenal volumes sometimes that a pure runner could never even think about doing because they're just not as abusive.
That said, they're also not sports specific for this goal and this goal is a marathon and there's a time component of this where this athlete wants to run three hours so you need to maximize the amount of running that you're doing especially you can to stay healthy.
So, I think of that as kind of having two parts.
You want to build a nice general aerobic base that has a lot of running as much as you can.
Probably want to do, since you have a time goal, you probably want to do some interval work that has a race pace labor to it so that you're getting used to your side length and etc.
That's a good use of your time.
So, up into the point where you maximize that once we get past that, yes, you can implement some cycling for sure.
That's probably my next go to.
Sometimes those can be brick workouts like for your long session if you want to minimize the abuse, could bike first for an hour or two, three hours whatever you're trying to do and then immediately following do an hour or ninety minutes of running to kind of get that maximum aerobic effect.
I tend to with most athletes unless they're injured already to limit swimming to sort of active recovery days, know active rest I days, those kind of think it has some benefit there but it is very not sports specific if you have a running goal.
对。
Yeah.
And the other thing I would add here too is I think runners are most at risk in the first weeks of the build up if they just dive into running when they haven't been doing a lot of that.
So, I would probably be the most conservative in the first four to six weeks and kind of see how it goes and then you have a little more information for the what's an intelligent build as far as volume goes.
So what are your, you know, what are your guardrails and thoughts around this one?
No.
Very similar.
I would say if you're getting injured, first and foremost, like, figure that out.
Because no matter even if your training's perfect, if you're injured, it doesn't matter.
I would say if running like, impact is creating, you know, kind of overuse injuries, like if you're having knee pain or feet pain, I would look at strength training and make sure you're doing enough of that too.
Really, you need both to be a healthy athlete.
If you are injured and you cannot run at all, then yes, the bike and the swimming are great ways to build some of that aerobic base.
So if you're like, I know I'm not going be able to run for six weeks or a month, get on the bike, get swimming, start building that, and make sure you have a good drift test.
Also, would say make sure you figure out where your zones are so that you are doing that aerobic training at the correct intensity because a lot of people have a feeling, but it might be too hard.
Then you're kind of wasting time in some ways.
Make sure you do a good dive with your heart rate monitor and a treadmill and get the right zones figured out first and foremost.
But, yeah, I would say, like Mark echoed, you want to get as much running as you can sustain to build that base.
It's gonna be the most bang for your buck and really prioritizing some of those intensity sessions running and you could build volume in other ways biking.
If you're doing a marathon, you kind of need to run a lot.
There needs to be some running
in there for sure.
没错。
Definitely.
And that was Bertram.
Thanks for that question, Bertram.
是的。
Yeah.
Thank you.
The next question is from Ian.
对。
Yeah.
More congratulations on our success at UTMB.
Thanks for that.
I have a question for the podcast about adding volume for working athletes.
I assume it means athletes that have jobs which is to be clear like 99% of the folks that we deal with.
I am in a base two phase limited by work to an hour on weekdays.
This is a really common place to be for athletes.
On weekends, do a long run and a one hour recovery run and I still have much more time, I assume they mean on the weekend.
For time limited athletes like myself, who wants to add volume, who want to add volume on the weekends, where should the volume go?
Should I extend my long run?
Should I turn my recovery run into a workout?
Should I do back to back long runs?
Or is packing volume into two days not a good idea in the first place?
This is from Ian.
很好,Ian。
Great, Ian.
Yeah, this is a really, really common if not maybe the most common constraint for our athletes is time, And this is the classic constraint where they probably have some kind of fairly structured Monday through Friday job.
They have limited time but they do have time on the weekends and they want to maximize that without doing themselves a disservice.
So, yeah, what's your hot take on those?
I mean, it's like the weekend warrior problem that we deal with all the time.
It's the same idea.
There is a way to really do a good job structuring your training with these time limitations.
As Mark said, this is majority of our athletes.
Consistency, I think, is always our friend when it comes to training.
So still getting in time during the week, even if it's just an hour is going to be beneficial.
What you don't want to do on your weekends is go so big that you need three days to recover after.
So it's great to kind of do, you know, a little bit of overreaching.
Back to back long days can be awesome for this.
Rest Monday.
But then hopefully by Tuesday, you're feeling recovered enough to then kind of hit some more training stimulus.
Maybe you have another easier day Friday to kind of rest and get ready.
I'd probably do an easy recovery workout.
I'd still move on Friday, but or strength day if you know that's not going to tax you too much.
But I would say prioritize consistency.
And if that means your weekends need to be a little bit shorter so you feel good on Tuesday, do that.
But if you feel like you can handle more, then I usually opt for two back to back days rather than one really, really massive day just because of that recovery component.
If you can recover from three hours on Saturday and three hours on Sunday, that's great.
If you want to do an eight hour day on Saturday, usually you need Sunday, Monday, maybe even Tuesday.
So again, consistency is always going to be what I choose over even volume.
Think if I have an athlete who can train consistently, let's say eight hours a week versus one who can train ten hours but then needs a lot of time, usually that eight hour of consistent training builds in a more progressive way and you'll see better results.
I have a feeling Mark's gonna agree with me, but maybe not.
I don't know.
Yeah, no, I do.
I think in general, yes, using one of the weekend days as a recovery run is a miss.
For athletes that are healthy, that recover well, you know, you should be leveraging that time that you have as long as you have the associated recovery capacity to go with that, right?
And this is a question of kind of this load management.
I think that for sure spreading that volume over those two weekends a bit is going to produce better results is kind of a weekly way of doing it.
There's times where you know once a month or quarterly for reasons you have a targeted overreaching session of course but if we're just talking about the bread and butter of your workouts, I think this is a good place for it.
I like those when you can, I like those two sessions to maybe have a little different flavor so you're not doing the exact same thing on both days if that's an option and this is a little bit of a goal specific discussion too?
A running athlete that's training for a flat marathon let's say is not going to have like crazy variation between their two weekend sessions and doesn't need to.
But I think a lot of athletes that are time constrained and we do like an ME session on one of the days and then do a longer but really intensity backed off easy session the second day and you can get a lot done in two days.
And then, typically, I do with those athletes, I do almost always have Monday be a recovery day.
是的。
Yeah.
That's hardcore, Mark.
You're doing muscular endurance and then making them do a long day the next day.
Oh, Mark has been
with this athlete.
Not with every athlete to be clear.
I usually give them a recovery day so there you go.
对。
Yeah.
I think for a higher level athlete and I got to this place Scott's suggestion originally actually with some of my higher level mountaineers because sometimes the hardest day on a big climb is the move to the high camp with all your stuff and then you have to be ready to climb the next day.
And if you're not, then, you know, I can't help you.
So, you can't do it in training.
It's probably You
can't do it.
对。
Yeah.
Put those back to back on the pavement.
没错。
So, yeah.
好的。
Okay.
Next question is from Finn.
I was wondering if you could share your thoughts on the differences between doing threshold workouts on flat terrain versus uphill.
In particular, I'm curious whether the benefits of developing flat speed might outweigh the muscular endurance and lower injury risk advantages of uphill tempo when it comes to improving climbing performance.
Thank you so much.
Well, think this is a really specific question, which is great because we can dive into it, but I'm curious to hear what Mark's initial thoughts are if flat fast running outweigh muscular endurance.
Depends a little bit on your goals.
Extremely goal dependent and it's little bit it's goal dependent and it's a little bit athlete dependent in that assuming you have running goals, assuming those goals aren't ridiculously hilly, I still think there's a nuance here between like a higher performing kind of front of the pack athlete versus kind of a middle of the pack athlete as to what's gonna be the most bang for their buck training wise, right?
Completely.
I mean, for a competitive athlete, speed work is important.
Ultimately, you have to have that gear to jump For what I'll label as a lot of the rest of us, it's maybe not quite as important.
But with those caveats, I do find that in general the workouts that involve a hill component tend to be lower impact on the up.
是的。
Yeah.
So if injury risk is a big issue and this is kind of a you need a training history with your athlete, I I really think uphill tempo workouts are are great for that because there are a lot of
I think so too.
It seems like this athlete maybe gets injured uphill the way they wrote it, but I agree, like, uphill usually is, like, much safer than flat fast running from injury perspective.
对。
Yeah.
And there is this sort of saying in the sort of running training world that you know that hill work is speed work in disguise which is not totally true but it is to some extent.
You know, you get some of that stimuli that you need when you're doing speed work.
Of course, with any athlete that needs both of these, there's no reason you can't incorporate both of these into a weekly or ten day cycle and if you can't, you can alternate weeks.
But I think my ultimate answer to this is I would probably try and do both and I would phase it where you know the training block before, I would do uphill tempo, let's say if that's the less specific and then I would do more flat speed work you know as you lead in from kind of specificity standpoint but as always, staying healthy is job one.
Always job one.
No, and I would add, having worked with some of these really elite ultra runners and looked at their training and coached them, we do really specific phases for this.
So if they have a flatter, faster ultra, they're doing way more track work.
They're still strength training.
They might be doing a little hill work, but the emphasis is more flat and fast.
Where then, you know, training first thing like UTMB, they're not doing much flat, fast work at all.
They already have that speed work.
We did that earlier in the year.
We're really working on a lot of muscular endurance and uphill running tempo, kind of both.
Those are usually separate sessions.
We have uphill running work with weight, more of a muscular endurance, and then also tempo work without weight.
So specific to the goals, both are really important.
But if you are injury prone, I would emphasize again, uphill work is usually safer because there's less impact.
是的。
Yeah.
I think there's also a little, you know, even within athletes, within their goals, etc, some athletes just have a lot more natural leg speed than others, you know?
没错。
Absolutely.
I have a theory that if you did track or cross country in high school and you develop it really early, you're just faster for the rest of your life.
是的
Yeah.
And we have athletes that run alters now that came out of were short distance runners.
是的
Yeah.
They were five ks runners or even milers and those athletes tend to have a lot of natural foot speed.
Maybe that's something they just don't need it as much because it's just it's just there, you know, or it takes it takes very little stimuli to kinda keep it right at
没错。
Exactly.
Their Yeah.
But we do do fast track work for a lot of our ultra runners.
当然。
Absolutely.
对。
Yeah.
没错。
Yeah.
If you want to run.
对。
Yeah.
Mean, the the times for front runners and ultra running are such that you have you have to be able to run.
You have be able to run really, really fast.
I can't even do one mile at some of these people's ultra ultra race pace.
Alright, question for the vote cast.
I'm a trail runner and I have a local mountain with a fire tower that I often run on.
Oh yeah, I do a little bit of that as well.
I usually climb the fire tower at the top, which you have to for the run account, and will pause for a few minutes to appreciate the view before heading back down.
However, when I start going down the stairs of the tower, my quads immediately start getting extremely tight and sore.
This only happens in this specific situation of going down the fire tower and does not feel like cramping.
It feels like DOMS which it would be like the opposite.
That's like the immediate on be the I OMS.
When I alleviate the tightness with some movement, everything seems fine.
What is going on here, Ask John?
Any ideas there, Maya?
I don't know.
This is kind of a Briefly interesting specific question.
对。
Yep.
Do you eat at the top of the fire tower?
Maybe you're just like you need some calories to help with your body.
I don't know.
Caloric deficit.
I mean it kind of just sounds like you're just getting stiff from standing there.
You're just like move like the lactate hasn't flushed out from going up so you kind of go down and everything is tightening.
Glad it's not cramping.
I would say I don't know, unless you're specifically training for something, I wouldn't be too concerned about it.
Maybe try eating something next time and depending on your fire tower, walk around in a tiny little circle a couple of times before going down to see if that doesn't help.
I mean, I think we all get stiff if you run hard and then stop or you do a workout and you get in your car and you get home and you're like, Oh my gosh, I can barely move.
I don't think that's unusual.
Interesting that it feels like ions, DOMS ions.
Yeah, like that.
Yeah, this is I mean, in some ways this like a little microcosm of somebody who is doing an alter and isn't prepared for the down, you know, and then they kind of smoke their quad all the up.
But this is happening in a super tall, super small timeframe.
You know, we do use our quads a ton on climbs and they get fatigued and then when you go down something really steep, you're now asking something new with them with the eccentric loading and they don't like that and that's kind of in a nutshell why we need to be really prepared for downhilling in these big races.
You know, I think that some careful pacing on the up might alleviate the situation a little bit.
This person could be a candidate for some really specific strength work too.
Oh, for sure.
对。
Yeah.
医生。
Doctor.
I don't know.
But, yeah, it's that's and this is kind of gets back to one of our earlier point.
This is why stairs are actually a good training tool for a lot of especially mountain athletes because they're ruthless.
Know?
医生。
Doctor.
Totally ruthless.
And if you can shake it out, you know, by the time you get down and then continue on with your run, it's probably a pretty good sign that you're not like hurting something.
对。
Yeah.
医生。
Doctor.
是的。
Yeah.
Are you ready for the next question?
Another question from I don't know if it's the same Finn, but Finn asks, Thank you for everything you've done in the Evoke Endurance community.
Oh, in the Endurance community.
This is to Scott, so we'll tell Scott you say thank you.
From my understanding and a more traditional training approaches, ME is developed through high intensity intervals.
Because your ME training methods have a lower global cost, can I replace my zone four workout with an additional threshold sub threshold workout during my week?
Two thresholds workouts per week.
Also in transitioning to uphill weighted running post ME block, should this replace a workout and a gym work or just the gym work?
Thanks again.
This little is bit of a complicated one and there's a couple of ways of interpreting the question but I think there's some concepts here that we can tease out that are going be helpful.
Firstly, would take a little bit of issue that ME training methods have a lower global cost.
With a lot of my athletes, yeah, they're not the highest intensity if we want to look at it that way, but they do probably have the highest
recovery And
take the most care probably of where I put them in the architecture of training than any other workout because of that.
So I think that's an important Yeah.
I mean other than maybe like really max anaerobic threshold intervals.
对
Yeah.
没错
Yeah.
Those probably have the highest global I would argue the highest, like, global cost, which I think is what this athlete's saying.
It's like he's doing zone four intervals.
对。
Yeah.
That's gonna probably have more fatigue effect than muscular endurance just globally.
But muscularly, I would argue that the ME is going to leave you sore for longer.
是的。
Yeah.
And I'm sure you see it too, Maya, but there's a fairly broad range of people's physiological response to ME work.
Oh, for sure.
没错。
Yeah.
You know there's a lot of times I kind of blame it on people being fast twitch versus slow twitch.
Training history there's a lot going on there but you know you can have two athletes and honestly I've had athletes you give them what I think is a fairly rigorous in knee workout and they could do it the next day if they needed to again without it being that big a deal.
Other athletes like they're sliding on their butt to get downstairs to go to the kitchen because they can't.
There's a big variance there, but I tend to, if I'm leaning into muscular endurance work, I tend to count that, and this also goes for other associated weighted work.
I tend to count that as having a big strength drain.
It has a big strength component and so I tend to if we're talking about replacing apples with apples, I tend to pull something out of the strength realm if they've had a fairly robust strength schedule and replace it with ME.
There's only seven days in a week something has to give if you're going introduce something.
I do think for higher level athletes and I do this with quite a few of my athletes, if they're recovering well, there is room for an ME intervention and a higher intensity unladen interval structure for athletes because they kind of get at different things.
A lot of times I'll scale back this kind of volume of intervals that an athlete might be doing especially if it's like upper zone three or lower zone four work but I think in a seven day schedule and especially if you're taking out a strength workout, there's room for both of those in the same training block.
是的。
Yeah.
What I wouldn't do is I think what he's asking is, Okay, I'm taking I'm replacing muscular endurance.
Muscular endurance is less of a load.
It's kind of how I'm reading it so then I'm going to add another threshold workout where I would say, know that muscular endurance is quite a lot of load.
Keep that.
And you could do one other.
I wouldn't necessarily call it a threshold workout though.
Is that how you're reading it as well?
对。
Yeah.
And I think threshold is an unfortunate term because there's a couple of different thresholds, right?
That's Yeah, a semantics issue.
But I would say it is a rare and extremely high performing athlete that's doing Emmy and two threshold workouts in
the Workouts same a week.
That's a really easy way to overwork yourself.
And also, the last little bit, when transitioning to uphill weighted running post Emmy block, should this replace a workout, a gym workout, or just the gym work, I would consider weighted uphill running to be ME.
So I wouldn't classify that as like a new block.
It might be a new weighted to muscular endurance, but I would still consider it muscular endurance.
So same goes, like, I would if you've been doing gym once a week and now you're doing uphill running, that's replacing it.
I wouldn't try to add in anything else.
And you might wanna add a second gym day for maintenance strength or max strength or uphill circuit but I would be careful with that.
More isn't always better.
Recovery is necessary.
Yeah, yeah for sure.
Yeah and I also like to think of and talk about ME as a little bit of a continuum as opposed to a specific point on the line.
Know anytime you're doing something that's probably weighted or has kind of that effect, you want to be creating room in the training architecture to make sure you have recovery for it around it, you know.
Some good ways to think about it.
Sometimes less is more with these and just hitting these workouts really hard and making sure you recover from them.
Next question is little bit multifaceted.
我们
We
could skip to 11 or I don't know.
Do we want to?
I think we can tease out a couple of things here.
好的。
Okay.
Specifically, this athlete has a nine month run up and their ultimate goal is a vertical K.
So, they're asking how much of a priority zone two is.
It's certainly even for shorter or depending on how quick you are, not so short vertical case because it can go on for a minute.
Obviously zone two is super important as your kind of underlying bread and butter here.
And then they basically have two questions.
Threshold work given the high heart rates and typical duration involved for the shorter work, what type of threshold work would you apply and when would you implement them?
And then, Emmy, would the gym based and standard hill climb muscular endurance approach apply or would multiple and longer iterations given the proportion of strength requirements this type of race be more appropriate?
And they describe their situation.
This person weighs one hundred and eighty five pounds so depending on your frame of reference, they're not tiny at all compared to most kind of VK front runners tend to be kind of more slightly built, probably aren't that big but he's wondering if muscular endurance might be a really important component given, yeah, the fact he's just trying to
go uphill.
Yeah, and he weighs one hundred and eighty five pounds.
So, I think there's a couple of things we could tease out
of this some great things out of that for sure.
I would say you could do your muscular endurance could be kind of considered.
I think you could get a lot out of like a stair climber muscular endurance.
You're gonna probably get into some of that higher zone if you like you might not want a 50 pound pack you maybe want a 30 pound pack so you're getting some of that muscular fatigue standpoint but you're also getting some of that threshold work that's the one way to look at it you could do some higher intensity intervals going into it but I would prioritize like yeah like you said zone two work uphill you just need a lot of uphill time and muscular endurance with a pack on a StairMaster that would probably be like my top recommendation because you're gonna be, yeah, like you said, zone three, zone four, pushing pretty hard.
And then I would probably do, like, three times eight minutes or maybe a little bit longer just running uphill, see as far as you can get and keep going with that.
If you have more time, you could do a hill sprint as well before you kind of start that ME block to get some power in your legs.
对。
Yeah.
I think this athlete probably be a good candidate for in some of those phases simultaneous duration interval threshold work kind of like you're talking about where it's five by five minutes, three by eight minutes, under half an hour total time under tension where they're really just going to But the then also ideally outdoor weighted ME in a really steep environment and of course with poles if that's going to be included in the goal race and making that super But barring having terrain like that then StairMaster Emmy for sure I think is going to be really applicable for this athlete given their situation for sure.
对。
Yeah.
Awesome.
好的。
Okay.
This next question is, I'm eight weeks into the sample muscular endurance plan and I'm still experiencing DOMS.
It's very manageable.
I can still run comfortably once I get stretched out.
But I'm just wondering if that's normal.
Also, how much effectiveness of the workout do I lose if I have to split it up into two sessions for time constraints?
For example, if I have to do the split leg jump squats and jump squats in the morning and then do box steps, step ups and lunges in the evening so I don't have enough time to do it in one session.
Thanks, Jake.
I think you got this.
对。
Yeah.
Well, the first half is the easy answer.
Is it normal that people are a little sore after they do ME?
正常。
Yes.
We keep talking about
对。
that.
这其实
It was
like the ME Ask Evoke special podcast today.
Totally.
Some people are a little bit sore.
Some people are wildly sore.
It generally gets better after two to three sessions but it's not uncommon that people experience some soreness throughout an eight or ten week cycle.
So yeah, that's totally normal.
My yardstick there, what I like to talk about with athletes is it's okay to be a little sore.
In my mind, it's not okay to be what I think of as kind of boarding on incapacitated.
Like the sliding down the stairs to get
to bed.
Yeah, like three days.
没错。
Exactly.
Yeah, yeah.
For a couple of reasons.
One, I think it's just not helpful like the compensation cycle to come back and be better is so long that missed a lot of training opportunities that if you take in totality would have been better off doing that chunk of work than just doing this one thing and then hobbling around for a week.
And it's also just wholesaling unnecessary and really unpleasant.
A little soreness, yeah.
Incapacitated, absolutely not.
So, that's just scaling and loading to get that right.
The second one is a little more nuanced but anything that has an endurance component or endurance is part of the goal, right?
If you split it up, there's less to endure and that's probably a miss.
I get this question more from athletes like with a long session where we want to do four hours of work or six hours of work and they're like, Can we split it into two?
And my answer is kind of always the same.
It's like if that's the only way we can get that work done then yes, split it into two.
But it is we're leaving something on the table there.
It's suboptimal.
And in general with ME, I think that you should be able to get it done in one session because if you're efficient, should be able to get this done in an hour with most of these ME workouts and most folks can find an hour somewhere in their week to get it done in one contiguous session.
So I would rather see the athlete maybe scale it back just a little bit and fit it into one session is their kind of primary goal than to split it in two.
But again, the world we live in is not perfect.
If that's your only choice, split it in two and get the work done.
But try and do
it in one.
没错。
Definitely.
I agree with all of that.
Definitely.
You're kind of missing the point, like you were saying, if you make the workout shorter.
If you do need to make it shorter, though, make like, do six sets instead of eight or do four sets and make the recovery shorter.
Or even, like, drop one like if you can't get through all six exercises or four, whatever you listed, like do three of them really well and do all of the sets and all the reps and then be done.
I think you're kind of you go into that second session already fatigued, but then not as fatigued as you probably should have been from the full session.
So in some ways, you're kind of not getting as much out of either is my take.
But yeah, you can't do it, get it done.
好的。
Okay.
Let's see what's our next question?
I got lost on our sheet.
We're number 12.
Which is Yeah.
This is from Bill.
Bill had read our article about the Best Ranger competition which is awesome.
Thanks for the podcast and great resources.
Got a few questions here which none of which are too lengthy I think we can touch on.
He was hoping for book recommendations and this is kind of wide ranging whether they're inspiring, technical, or otherwise.
For strength training workouts what zone should they be in overall or does it matter?
That's the meat of this question.
And then, they're asking about recommended stretching regimes.
是的。
Yeah.
Okay.
Well, I'm gonna
just You want to tackle dive any of those?
Yeah.
对。
Yeah.
I'm gonna dive in with number two.
For strength training, does not matter what heart rate zone you are in.
Heart rate is a proxy for intensity.
That's what we use it for.
It's not the most accurate all the time, but it's pretty great for aerobic work.
It's not great for muscular fatigue.
So get in the gym, do your strength training.
We usually fudge like the intensity for strength training because our heart rate monitors don't pick up muscle fatigue.
You could not even wear your chest strap for strength training.
I don't worry about it much at all because the purpose of the workout is muscular fatigue, not cardiovascular aerobic fatigue, anaerobic fatigue.
For number three, stretching.
Find something that works.
Find something you'll do.
I have a little hip routine I make a lot of my athletes do.
I think even like usually I recommend stretching and mobility work towards the end of a workout.
Could use some mobility to warm up, but, like, static stretching, do at the end.
对的。
Yeah.
I would say just even if you find five exercises you like and hold them for thirty seconds to a minute, you're gonna be better off than not.
Find something on YouTube.
I don't have, like, a go to.
I usually just program out little, you know, do some cat cow, do a child's pose, do some pigeon stretch, just to open things up.
I think it's great.
是的。
Yeah.
For inspirational books, I'm gonna leave that to Mark.
He's more well read than me.
He's had more time to read, so he's gonna have better.
I can read, although that
I've got I feel like couple I can't read in reading these responses or I'm these a literate.
是的。
Yeah.
Reading is a skill for sure, especially when you're being recorded.
I've got a couple of book recommendations that are maybe a little more inspirational than the technical one but that's one thing she's asking about.
So, I have three that I've read fairly recently.
The one I read the most recently was the Jim Donini biography which for our listeners that might not be familiar, Jim Donini is an American climber who's spanned several generations of climbing really and a very accomplished rock and alpine climber all over the world.
So, biography is called Survival is Not Assured and I thought it was quite well written and a really compelling story so I would highly recommend that one.
The Barry Blanchard book, The Calling, Canadian alpinist and climber who's really done some impressive sense over his life.
Was also kind of autobiographical I thought was pretty inspiring.
And then the last one which is an older book I read about a year ago, Alex McIntyre who's also a really accomplished alpinist.
One Day as a Tiger was a I thought was a totally worthwhile read.
So those would be my quick recommendations on the kind of climbing alpinism genre.
Yeah, I think that Maya was right on with I don't really pay attention to heart rate for strength training.
There's a couple of deep rabbit holes we don't really need to go down here.
What little I pay attention to it is almost more to make sure that it's not too high because that's kind of a sign that someone is like rushing around and maybe not getting the quality of strength work they should.
You know you need to be efficient in the gym but that's different than rushing and then maybe not getting that kind of quality stimuli that we're looking for.
But the biggest point here I think that I like to make is we don't want to turn this into an aerobic workout.
Want it to be for what the goal is for and I think there's, this is the deep rabbit hole but there's kind of a patent misunderstanding that when if you do some very vigorous strength workout and you are sort of rushing around in the gym, you know, and you can get your heart rate fairly high, you know, your heart rate can be in the 130s or 140s, etc, that that is the same physiologically as walking on the StairMaster, that the same thing is happening physiologically and therefore it is useful.
I think that's where people go wrong because one of the big reasons we're trying to measure intensity is we're trying to measure what's going on metabolically, right?
And whether you're primarily fat burning or primarily carb burning or where you are in that continuum and you can have the same heart rate doing
two and different
be doing something completely different metabolically, right?
Well, I mean you can have a high heart rate in the car if someone swerving Exactly.
You're not having an aerobic effect.
没错。
It's just Yes.
是的。
Yeah.
And that's the same.
Know and if that was the case and my semi smart ass answer to this discussion all the time is you know if that was the case we would just watch scary movies you know on Netflix and we wouldn't bother with all the sweating of training and we would be very fit.
I haven't heard that one.
对。
Yeah.
Well, I think that's a very easy way for someone to understand the concept and that like I think it's easy to understand that if you just watch scary movies all the time, you're not gonna be ready to climb or run or do the things you want to do.
Metabolically, there's something completely different going on.
So, that's my take home for this question is like don't try and turn this into an aerobic workout because even if the heart rate would indicate that it is, it's not.
It's not the goal either.
Not the It's not the that's the goal of strength training.
And then the strength or the stretching regime, one of my sort of takes on this is I think athletes that can in the gym functionally move weights through a full range of motion when the activity calls for that, know, when the specific movement calls for a full range of motion, I'm happy with that.
I don't feel like there's a big need for a lot of stretching on top of that as long as you don't have some very specific issues where you're getting injured or you're trying to overcome something or you're limited.
There's very specific niches with rock climbing where flexibility is a premium, things like that but I mostly train mountaineers and ultra runners and almost sometimes the less flexible they are, the more effective and less injury prone they are, I swear.
Well, no, and I think there's something to be said for like mobility versus flexibility and if you don't have good mobility, that's where stretching is important.
Flexibility can be dangerous.
I'm super flexible.
It's not great.
Have a lot of injuries.
是的。
Yeah.
So, yeah, the stretching or doing mobility, I think, is beneficial.
It can help with recovery too, I found.
对。
Yeah.
没错。
Yeah.
Yeah.
But if I think yeah.
Full full range of motion strength work in the gym, I think is is a huge, benefit and a good way to to kind of tackle that.
Okay.
So our next question is from Pedro, and he's from Portugal.
I love your work, podcast, and empathy you all bring.
I've developed a passion for ultra running, and you've been central to that journey, especially through your book.
I have many questions I would love to ask, and certainly in the future, I will ask in a consultation or coaching, but for now I'll focus on one and try to solve all.
For either an athlete or an aspiring coach, what's the best way to learn about the sport?
Which tools, school certifications or resources are essential for you?
Where should one start and progress?
Okay.
Well I will answer that in a little just like part of this.
Scott did compile what he I think it's called the glossary on our website and I know we can link to it in the show notes.
That kind of is his training manuals that he's read over his lifetime that have been really influential to his development.
I think listening to these podcasts, getting on Reddit, and going to a forum, all are wonderful places to start.
All of our coaches have been trained primarily just by Scott.
We don't have a specific certification.
Some of our coaches do.
Some of them have gone to school as well.
But for the most part, our Evoke coaches have been trained under Scott and, you know, mentored by him or have worked with him as their coach even.
I'm one of those cases.
We have some other athletes who've been coached by him or coaches who've been coached by him.
So I would say the best advice is stay curious, try to read as much as you can.
It sounds like you've read the books, which is great.
Yeah, I think talking to a coach is a good idea as well in a consultation, but check out the glossary for sure.
It's a great place to start if you haven't already.
Mark, how did you learn to be a coach?
对。
Yeah.
I don't don't have anything to add to that conversation that's not included in that glossary.
当然。
Would Yeah.
没错。
For sure.
And I actually haven't combed through every detail of all those resources in there.
You haven't?
没有。
No.
Really?
I've not.
But I think that's a really good place to start for sure.
好的。
Alright.
Let's do two more.
14, appreciate the podcast.
The question is some coaches in reference material point towards or reference material point towards VO2 max style.
One to three minute uphill intervals, six by three minutes for instance.
You all don't mention much like this, maybe thirty-30s at times, but have emphasized ten second hill sprints.
What are the pros and benefits?
Pros, benefits and cons of short intervals versus long ones and what's best to prioritize for mountain ultras as you get close to race day?
Do you want to wait in this first or do you want me to?
Sure.
I can talk about it.
是的。
Yeah.
Go for it.
We do use traditional VO2 max dial intervals for sure.
And there's a time and place for that.
I think a lot of our just conversation and methodology has been focused around aerobic base building because that was so misunderstood in this world, and now muscular endurance and fatigue resistance, they all have a place.
I would say the downside to those shorter intervals is sometimes they just become really hard work without a lot of specific purpose.
They have a really high global fatigue effect a lot of the time.
And it's just, as Scott says, it's teaching you how to be tough and work hard, but it's not necessarily making you fast.
So unless it's really specific, I usually don't introduce them until late into a training build.
I like using them for some of my mountaineers who I know are going to high altitude and they're going to be breathing really hard.
I want them to be prepared for that.
For my runners, maybe I'll work some of that in on hill work or flat fast running.
But very rarely do I just like mindlessly program, you know, that type of interval without there being a pretty specific purpose because I think you can get more out of training even your aerobic base and doing speed work, shorter speed work with less risk of injury and fatigue or doing something like muscular endurance or doing thirty-30s, which I would argue is can be that kind of it's more of like that threshold work than that really hard max effort of those like 4x4, 3x4.
So it's not that we don't do it.
Those have been emphasized a lot in training literature.
I think Scott's an out of the box thinker, so it's not something he's put a ton of time and energy into educating people on.
I don't know, Mark, what do you think about that?
Yeah I program a lot of interval work with let's say the total accumulated time being between fifteen and thirty minutes you know so
four by four
at the short end and you know three by ten minutes at the long end or something like that.
I love a three by ten minute interval for something.
没错。
Yeah.
Great.
And that's both with my runners and my mountaineers.
I do think what you mentioned there briefly is a huge point with mountaineers with altitude related goals is there's a really big respiratory demand at altitude that greatly outstrips what you see in training in zone two work.
So, you need to be ready for that for a variety of reasons.
And so, just some good old fashioned really hard breathing I think is really useful for those folks and yeah mostly unladen yeah 4x4 minute, 5x5 minute I think is really useful for those mountaineers even though in some ways it's not the most sport specific.
It is in that way.
Think that's
But it is.
I mean, I tell my mountaineers, I'm like, We're just training your lungs more than anything.
Like we've done muscular endurance to make your legs strong.
We've done aerobic training to just make sure you have a base and you can recover day after day.
This is so you can breathe hard because you're not moving fast.
对。
Yeah.
And I also think there's a mental component to that too like if somebody hasn't done any of that work and they get on the mountain and their heart rate is still only whatever 130 and they're breathing out of their line, they can get into a headspace that's really not helpful because they're not used to that.
So, you want to be used to breathing hard.
I think that's a super important point.
And kind of to their question a little bit, the pros and cons of let's say like hill sprints versus three by ten minutes or something like that, I functionally think of those as completely different things not just ones long and one short.
For runners, I actually think that hill sprints are quite useful for what little, for the relatively small recovery demand.
Fantastic power work.
One of safest ways to introduce power work.
对。
Yeah.
So, you know, when that's a priority for runners, I'll kinda have that running in the background all the time almost independent of what an interval structure might be alongside that in a weekly session.
Think there's plenty of room for both those.
If you treat it this way, but I sometimes treat hill sprints as one of the strength days in a week.
对。
Yeah.
And then I'll do like core and upper body on the same day with that.
And that's a good way to be like, okay, this is a strength power day.
Intervals are a separate day.
对。
Yep.
Alright, let's do one more and this is gonna be firmly in Maya's wheelhouse and not mine.
I have a question for the podcast.
What would be some good muscular endurance exercises for the upper body in cross country skiing?
In the gym, cable pull downs seem most suitable as max strength while Concept two ERG feels too aerobic even with full resistance set for the fan.
Outside, perhaps double pulling or single sticking on roller skis for a few minutes at a time uphill.
This is from Scott.
Great question, Scott.
Let's see.
Yeah, these are all great.
You have a lot of good ideas here, and we can use all of these to do a muscular endurance workout.
When I skied, I would use the cable pull down machine standing.
At times, even we did it with a climbing harness on so I could lean forward and we would do something similar to the muscular endurance you'd find on our website, like six by 10 reps with pretty short rest to kind of and then do maybe a lower body exercise.
You should definitely do this standing.
Great for max strength, but you can definitely do this with muscular endurance.
The ski also, it can be aerobic.
I usually would do this like thirty, thirty is a good example or thirty seconds double pull, thirty seconds single stick, make it longer.
But the biggest thing I would do for muscular endurance upper body is if you go, and I know who this person is, so I'll give you the tip.
Go to near the suspension bridge on that dip, and we would do weight vest double pole repeats on there and single sticking repeats up that hill.
And I don't remember exactly how long, I think it was forty five seconds to a minute, and then rest and repeat.
We would also do that without poles for lower body muscular endurance.
You could do this in the snow too, like go up a really long hill, do spur, something like that, and you just keep that weight vest on and you can get a lot of endurance from that workout.
