Hello.
Welcome back to That's Runnable.
I'm Tommy.
I'm an ultra runner.
I'm a coach.
I'm a lover of the outdoors, and I'm your host.
Today, we're talking about the long run.
We're gonna do a little short deep dive on the long run, what it's for, why do we do it, and then the mistakes that many people make when approaching Hello and Runners.
Thanks for joining.
If you are going for a run right now, you're plugged in, so I'm gonna listen to a podcast whilst I run.
Thanks for doing so.
你好。
And hello.
Good on you for getting out the door, doing your training.
I don't know what the weather is like for you, but it could be horrible, which gives me even more hope in your tolerance for hard things.
It could be great weather.
I don't know.
But whatever it is, well done for getting out there.
Enjoy it.
Settle in.
If you're in the gym, you're heading to the gym right now, well done.
You are putting in very precious and important work.
Today, as I mentioned, we're going deep into the long run, and I wanna talk a bit about the basic reasons we do a long run, the mistakes runners make, how to execute a long run properly, what not to do.
And we'll go through some of the different examples of types of long runs you can do and where they might be relevant.
And then we'll think about recovery as well, the part that people quite often ignore.
And that's it.
And then you should have a good understanding of how to execute and program a long run-in your training.
It's spring in The UK, we're coming into longer days, more enjoyable weather.
Your mood may have lifted.
Your motivation to get out and go up on the hills may have lifted.
And one thing that will guarantee that you'll get out there and enjoy yourself is just getting yourself a new piece.
Maybe it's a new layer, mid layer or something, or maybe it's some new trousers or shorts or some new shoes.
If there's one place to go for good shoes that can handle The UK terrain and mixed weather, it's INOV8.

好的。
Okay.
What is the long run really for?
Well, most people think that it's just about running far.
It's about simulating the race that you're training for and kind of doing a bit of a dry run.
No pun intended.
What I mean by that is sort of getting out there and going, right, and if I'm if I'm training for a marathon and it's gonna take me four hours, then my long run should be a three hour run.
And then I'm getting closer to what I'm supposed to execute on the day.
That's not how you should be executing executing your long run.
That is lazy thinking.
Just thinking about your long run as just running far is lazy.
A proper run a proper long run develops many things.
You're gonna develop your aerobic capacity, and I mean, long run develops many things that the rest of your easy volume, high volume develops too.
But the long run does it in a specific way because it is in in and of itself more taxing.
So you're gonna develop aerobic capacity that is capillarization, more mitochondria.
You're gonna encourage fat oxidation.
This is your most efficient fuel source moving from glycogen stores.
You are going to improve musculoskeletal durability.
That is your tendons, your joints, your connective tissues, all become more durable.
We're building low tolerance and we are strengthening and building more endurance in your body, in your muscles and your joints.
And then finally, you're gonna build psychological resilience.
I don't know about you, but when I haven't been doing long runs for a while, right now, I'm in that I'm in that stage.
I've been in this maintenance phase.
I've not really been wanting to go out and do long sort of multiple hour runs.
So, you know, I'm in that stage where I just don't really have the psychological resilience.
And so building that, having more time on feet will build that boredom tolerance not to be underestimated, not to be overlooked, not to be laughed at.
Genuinely, a very important part of your training is the psychological part.
So the long run, it's not just for fitness.
It's structural conditioning for your body to handle the running that you're training for.
You're building aerobic capacity, improving fat oxidation, musculoskeletal durability, and psychological resilience.
So what are the biggest mistakes that runners make then when it comes to the long run?
Well, I think there's one massive mistake I want to highlight.
I don't want to confuse you with too many different mistakes so that you're going about your long run thinking, am I doing this wrong or right?
There's one thing I want you to focus on.
And maybe this is an overused term.
I don't think it's an overused term.
I actually think it's something that we should talk about quite a lot.
And it is that most runners sit in what we call the gray zone.
So it's not easy enough to recover and it's not hard enough to create real adaptation.
It's it's sort of you're not really doing heaps.
You could even be too it's too hard to it's hard so it's not actually targeting the things that we're trying to target during a long run and it's not really hard enough to develop and adapt in ways that you would in a quality session for example.
So you're just sort of sitting there not really you're sitting in this zone where you're not really getting what you can out of your long run.
And so there's a lot of research around polarized training.
This polarization of training is really important.
What we mean by that is making sure your fast is really fast and your easy is genuinely easy.
And so you have to make sure that you're not just sitting in the middle of that during your long run.
What will then happen is that you will feel really tired by the end of your long run.
You will feel like it's been really difficult, but you won't actually have gained as much as you could have gained if you had, and this sounds ironic, made it easier.
You should be finishing your long run not feeling like it was a race, not feeling like it was so difficult or so hard.
You should be finishing it feeling like you can carry on your day.
And actually, I was told once, you should be feeling it feeling better than when you started it.
That might be difficult to wrap your head around.
I think for a lot of people that might even sound frustrating because the long run is hard.
It's it's like you're going out there and you're running for a long time.
It is a hard session.
I'm not pretending that it's just like a daily easy run, but you should you should try as much as you possibly can to keep it from being really, really hard and really taxing most of the time.
We'll come on to different use cases, but most of your long runs should be nice and easy focusing on time on feet and building that resilience in a gentle and sensible way.
If your long run feels like a workout every week, you're not building, you're surviving.
Some of my clients will really want to go hard and do more, and they've got the passion, and I love that.
I love the the passion that people have for going out there and doing as much as they possibly can.
But I keep telling people.
I keep telling my clients, we we wanna progress gently.
Think about gentle progression.
If every single week, each quality session and each workout feels hard, like too hard, especially the long runs, you will not do this stuff for too long.
You will it will it will it will you'd grow tired of it.
It's not a sustainable way of doing it.
You'll be just surviving, you're just like endlessly just trying to hold on to opportunities to recover and recover because you're just always taxed, you're always hard, you're always tired, You're always working hard.
You don't wanna do that.
That's not a life worth living.
That is not actually how you progress productively with your running.
There will be seasons where you're in a training block and your peak phase and it's really hard, but you don't always wanna be there.
And trust me, you won't be able to always be there for very long.
So probably the biggest mistake that runners make is essentially going too hard on their long runs.
Going too hard on their long runs.
So ease up.
好的。
Okay.
So how do you execute a long run properly?
Well, it needs to be easy for the most part.
How do you execute a long run properly?
Easily.
The effort needs to be at a conversational pace.
So I'll refrain from using heart rate because I think more and more as I have matured as a runner and a coach, I have decided that heart rate is quite distracting, much like pace, much like distant volume, heart rate is another data point that is so useful and it makes me sad to think how distracting it is because it's so useful.
But for most people, if I'm giving out advice on a podcast that goes out to thousands of people, I want to tell you, the listener, it's better to focus on how you feel.
It really is.
It's better to to to really lean into your understanding of your pacing and your effort yourself rather than obsessing over heart rate.
Review your heart rate, compare how you felt during your run and the heart rate data after.
But if you're obsessing too much and overstaying in zone two and all that sort of stuff, if you're not a very fit individual already, it may become frustrating.
I mean, you can go back to multiple episodes that I've spoken about data obsession and the inaccuracy of a lot of data and the distraction of data.
Previous episodes on that can be found below.
But I wanna I want you to focus on feel.
Okay?
So we're talking about about a six out of 10 for most long runs.
A six, maybe a seven at a push, but I would say a six out of 10 on long runs.
So it's really easy.
You you should finish feeling like you could continue.
If you're finishing and you feel like that's all you've got in the tank, that's a race.
That's a race.
You've gone too hard.
We want aerobic development without excess, excess fatigue.
Jack Daniels, you heard of him?
Very famous, well known coach.
He talks about this, he talks about easy pace being aerobic development without excess fatigue and I think that's a great way to think about it.
A way to think about it would be to it's gentle progression, it's gentle it's gentle work.
It's gentle productivity.
You know, we are we're pushing but we're not pushing too hard.
Push too hard, you fall off the edge.
But we're just we're just pushing and aerobically developing our system in the best way we can.
These things don't these things take time.
I think one thing that a lot of people forget is that we're dealing with we're dealing with a body that only adapts so quickly.
You can't shortcut this stuff.
You have to put in the work and you have to be patient with it.
Physical adaptation, physiological adaptation takes a certain amount of time, so you can't rush it.
And just going harder on your long runs, thinking that if you increase intensity, it'll be more productive and you'll get more fit is not correct.
You have to execute it well.
100% execution doesn't always mean 100% effort.
100% execution doesn't always mean 100% effort.
If we're executing perfectly, it doesn't always mean that we're executing hard.
So we're going at a conversational pace.
We're going easy.
We're focusing on time on feet.
Hey.
Just wanted to interject.
I wanted to mention that on the first Monday of every month, I take on a new cohort, a new group into my coaching hub.
RUNNABLE COACHING HUB
That's RUNNABLE COACHING HUB is designed for people who want some structure.
They understand that they need to strength train.
They need the full picture.
They want some structure to their training, their running, but they also wanna know what they're doing in the gym.
They wanna become strong and durable so they can actually take on the mountains and the outdoors and all of their running adventures with confidence.
You know, there's nothing worse than feeling weak, feeling like you're always running into niggles and issues and pains and then not actually programming all of your running and strength training appropriately.
So no matter what you're training for, you could be someone training for a half marathon trail run or you could be someone training for a 100 mile or whatever it might be.
The coaching hub is fit for purpose for you.
The programs are customizable, so you go in there and you can basically choose a level depending on how many hours a week you want to be training.
So if you are currently training five to seven hours a week, there's a level there for you, and you'll get that full running and strength program in there.
You'll have access to me.
There's a ton of resources in the library as well.
All videos done by me on all sorts of topics like mobility, shin splints, strength, all other loads of topics, recovery.
And there's a community as well in there of people all doing the same thing as you training for stuff they're excited about, achieving things they never thought they could achieve.
If you're interested, there are limited slots available every month.
But if you bag your spot now, you'll be able to join on the first Monday of next month.
I'd love to work with you.
I think one question you may be thinking if you're programming your own training or whatever, and I I think a a lot of the time I see a big mistake made here is how long should my long run be?
How long should my long run be?
A general rule of thumb is no longer than 30% of your overall weekly volume.
General rule of thumb, no more than 30% of your overall weekly volume.
I've had people come to me tell me that they are doing a 25 k long run and the rest of their week consists of 15 kilometers of training.
That is not good training.
We don't want to be doing this.
You cannot afford to be doing runs of three hours or two and a half hours if in the rest of your week you're only doing two hours of training.
A lot of the time when we think about our running and our training, some sessions we earn the right to do.
Some sessions we have to earn the right to get there.
You have to earn the right to be doing these long runs and you do that by building volume in the rest of your week consistently with frequent runs and low intensity and building that load tolerance appropriately.
The more you build that load tolerance appropriately, the safer it is for you to be doing these long runs.
But in order to do a 30 k long run, you have to be up towards 80 to 90 kilometers of overall volume per week.
You have to be.
Of course, can some people will get away with it.
You might be listening right now doing a four hour long run and the rest of your week you just haven't been able to fit much in so you just squeezed it all into this long run and and you'll find you get away with it.
That's great.
I mean, some people just have more tolerance.
Some people are actually just genuinely luckier in this sense.
But if you're anything like me or many other people, you can't afford to be just going out there and stacking tons of volume without thinking properly about how you're executing that volume.
So if you're a beginner, you know, we're looking at sixty to ninety minutes in the long run.
If you're intermediate, ninety to a hundred and fifty minutes, you know, hour and a half to through two two two hours, two and a half hours.
And then advanced, you're looking at like, if you're really training for a marathon, you're training for longer distance stuff, anything more than two and a half, three hours up to five plus hours.
A lot of ultra runners will do sort of five plus hour long runs.
But in order to get there, you have to be also doing a lot of volume outside of your long run.
So general rule of thumb, if you're programming your own training, you have to earn the right to do the long run and that long run can only be 30%.
You know, you could do 40% but I just like I think it's a good guide.
I think it's good guidance to only to have your long run never equate to more than a third of your overall weekly volume.
Another thing that is criminally criminally ignored, criminally ignored.
I didn't get many syllables there.
Criminally ignored.
You know when you try and say things and then you just realize you can't say them?
补给。
Fueling.
补给。
Fueling.
This is such a massive part and and like one of the best opportunities when you're doing long runs is this opportunity.
It's this opportunity to practice your fueling.
Practice race fueling.
Practice fueling before but then also consuming throughout.
Get your carbs in during your long runs.
Anything more than ninety minutes, it's worth fueling.
To be honest with you, if you can afford it and if you are trying specifically to train your stomach, fuel every run, take something out with you on every run, practice eating and running.
But the best opportunity to be really practicing your your fueling is on your long runs.
That being said as well, hydration really matters more than people think.
So make sure that if you're doing these long runs, you're taking on water.
If you want electrolytes, if you think you need electrolytes, you're sweating a lot, if you are really out there for a long time, do that too.
Carbohydrate intake during endurance exercise will absolutely unequivocally improve your performance and training quality.
Be taking on carbohydrates.
Okay, so we've gone through what a long run really is, what it does.
We have highlighted the biggest mistake people make that is going too hard, basically.
How to execute a run properly?
I mean, we're talk we're talking about easy easy long runs here, but really making sure we're prioritizing running easy, not taxing the body too much, gentle progression, aerobic development without excess fatigue.
How long should it be?
About a third of your weekly volume max.
And then we've highlighted the importance of fueling.
Now what not to do?
What not to do?
And I might be a bit blunt here, but I need you to listen right now.
If you fade it out as as as we all do, listen here.
Remember, we're talking about long runs and I'm now gonna tell you what not to do.
So quick list of five things here.
Don't turn every long run into a race.
Your long runs are not your only opportunity to simulate race speed and pace.
They're not your only opportunity to be running hard for a long time.
Long runs are there not for those things.
We're not trying to turn every long run into a race.
That's not what it's for.
Second thing I want you to not do is chase pace instead of effort.
Do not chase pace instead of effort.
A massive transformation in my and all of my clients work and training is switching their mindset from a pace obsession mindset to an effort focused mindset.
Stop chasing pace on your long runs.
There are so many variables that will dictate how fast you can run on any given week.
You know, your week You may be finishing your week with a long run and you may have had a really tough week.
You may have lacked sleep.
You may have struggled to fuel properly, your training just may have been really taxing.
There's a lot of things that are gonna stop you from being able to execute on a certain pace and so you need to just focus on effort.
You really need to just focus on effort because that your body doesn't understand pace.
It doesn't know how fast you're running.
Your body only understands stress and recovery.
I've said this before.
Your body only understands stress and recovery, and the stress you put your body under is related to effort, not pace.
So focus on effort.
That's where you're gonna get the adaptation.
That's when you're gonna get the development that you need.
That's when you're gonna get the physiological adaptation that you're looking for from a long run is when you focus on easy effort, time on feet.
Third thing not to do, don't skip fuel.
Not fueling your body to get better at fat burning is complete and utter horseshit.
That's all I'll say on that.
Also, do not massively weak massively jump up your long run distance week by week.
Do not do that.
You will find much more benefit in getting to a long run distance that is substantial and staying there.
And then as we will go into changing the type of execution of your long runs.
You can get really far at maxing out a three hour long run.
Like if you're an ultra runner, you can you can get really far with your ultra running and never doing any longer than three hours in your training.
And then finally, running long on tired or injured legs just to tick the box of a long run because you think that the long run is the most important run of the week.
It's not.
Please do not do this.
If you are tired, if like really tired, if you're if your legs feel injured and and just basically fucked, then don't don't go out and do a really long run just for the sake of it.
I think here are the key motivations for people doing long runs when they shouldn't do long runs.
Weekly volume, trying to hit their weekly volume.
Their Strava graph is taking over.
Their ego is really loud, and they are not listening to their body because they care too much about what other people think about their training.
They think that the long run is the most important run of the week because they're training for long distance races and nothing else is actually adapting the body as they should.
错。
False.
What else?
What's another reason people do that?
They're probably the main reasons.
They're probably the main reasons.
But don't go out if you're injured or you're, you know, you're really just your body is taxed.
It's better to go out on a nice easy run for an hour and a half or an hour rather than like a three hour long run.
Your your body is gonna be very vulnerable to further injury if you go out and just do the long run for the sake of doing the long run.
Please, please, please listen to your body.
This is where injuries are born.
If you turn every long run into a race, if you focus too much on pace instead of effort, if you skip fueling because you've listened to this myth that to get better at fat burning, know, don't feed your body whilst you run absolute nonsense.
If you massively increase your the distance of your runs of your long runs week by week, and if you run on tired or injured legs just to tick the box because your ego is guiding your decisions, this is where injuries are born.
好的。
Okay.
Finally, we're gonna go quickly through all the different types or some some various different types of long runs that you can do.
I wanna take a moment to quickly mention INOV8.
INOV8 makes the best trail running shoes that I have.
I have tried many, many different types of trail running shoes, and INOV8 are right at the top as my favorite.
From the trail flies to the max version to the trail talons, the trail talons speeds, they're all phenomenal shoes.
If you're looking for something that is foot shaped, if you're looking for a more minimal option, you can find that in their array of shoes.
If you're looking for something that is nimble but does have a decent amount of solid cushioning, you can get a max version of one of their shoes.
If you're looking for shoes with proper lugs, so, you know, quite often trail running shoes are just glorified road running shoes with some lugs on the bottom.
INOV8 makes them differently.
They actually think about grip.
They actually think about how it's gonna feel running over technical terrain.
Go to INOV8.
Get some proper trail shoes that are protected on the upper and grippy underfoot.
I could say so much more about why I love their shoes.
Go and experience them for yourself.

Most people only know the the the first one and the first long run is just easy long run.
This is foundational stuff.
This is your bread and butter.
80% of your long run should be this.
They should just be just super easy the whole time.
Focusing on time on feet, not worrying about pace, stop off for a coffee halfway if you want, just like really really easy long runs, really focusing on effort and we're not doing anything complicated, we're just getting out there for a certain amount of time on our feet at least once a week.
The second example is a progression long run.
This is actually in my this is my favorite long run or more quality long run to program with my clients.
The reason for that is is because okay, so what a progression run is is you're starting nice and easy and then you're gradually building effort, you're making the second half faster than the first half.
The thing I really love about a progression run and especially a progression long run is it really helps people to it teaches control and fatigue management and helps people to lean into the run.
It also helps to make the run a bit more exciting.
I think if you're slogging out just an easy run the whole time, it can get quite boring towards the end and you sort of like, okay, I'm sort of done with this now unless you're obviously out in the mountains and maybe you you're gonna enjoy it a lot more.
If you're just running loops in London, it's it's really it's quite it's quite boring.
And so doing a progression run makes it just that little bit more exciting.
You're leaning into it.
You're pressing.
I like to think of it as a slight press throughout the run of increased effort.
And by the end of it, you're kind of you've got a nice big stride on and you are just running faster than you were before.
So a progression long run is a fun way to do it.
Don't be doing any progression long runs too hard if okay.
Obviously, listen to the the last five minutes I've talked about what not to do, But don't push too hard on a progression run for a long run if you are not ready for it, if your body is just a bit too taxed.
The third example of a long run is a fast finish long run.
Slightly different from a progression long run-in that we're thinking about just the last twenty or thirty minutes at a moderate effort.
So you're you're doing easy the whole time and then you just like whatever last twenty minutes, we're gonna go all out and see if we can really go for it at like a pretty decent but moderate effort.
This is going to just stimulate race fatigue a little bit more.
You're finishing something that has been quite hard, you know, you got heavy legs, you've been running for two and a half hours or whatever it might be and then you're finishing off with the twenty minutes of hard effort.
Nice way to do it.
It's less gradual than a progression run but you still stimulate the same sort of feelings and endorphin rush at the end of the run.
A long run with intervals.
This is really quite popular amongst marathon runners.
They'll be doing various different sessions in the middle of their long runs.
You'll see I think one of the things that it doesn't frustrate me, but one of the things I want to warn against is that a lot of there's a lot of runners online who are exceptional.
There's a lot of marathon runners online that post about their running, and they're very, very good capable runners.
And they're doing long run sessions that are just not really very necessary for the average runner.
The average runner should just be focusing on doing long runs for the most part that are nice and easy and long, maybe doing a progression run.
And then maybe having like some simple intervals in there at very, very occasionally.
But what a lot of very good capable marathon runners will do I'm talking about like sub two thirty marathon runners or even sub two forty five runners, what they'll end up doing is like really hard long sessions and that is it's exceptional for them, but they have the low tolerance.
They're not building the low tolerance for this marathon.
They have the low tolerance and then they're executing on a certain time for the marathon.
For the vast majority of people who run marathons, you're actually building up the tolerance to be able to endure a marathon at marathon pace.
They don't need to build up that tolerance as much that they're trying to execute and increase speed.
Once you start getting to kind of more elite or or just faster, you can get more specific with your long runs.
For most people, when we zoom out and if I'm offering advice to many people right now, the vast majority of you shouldn't be thinking too much about throwing intervals into the middle of your long runs or turning long runs into massive mega interval sessions.
For the most part, this is just going to be an occasional way to simulate race day and find kind of a bit more effort in your long runs.
But before I go into what a long run with intervals could look like, I don't want you thinking that every long run should be this or I don't want you getting misguided from people online thinking, oh, they're doing they're doing amazing, really exciting long run sessions.
It's it's not that necessary for most people.
If I was training for a marathon, I might do one or two sessions like this but to be honest with you, most of my long runs are just gonna be building tolerance friends calling me.
Most of my long runs are just going to be building tolerance and doing like an a pretty easy effort.
So a long run with intervals, we're talking about an example like three times twenty minute at steady pace within the long run.
So or if you're if you want to simulate marathon pace, you could do like three times thirty minutes at marathon pace with ten minutes float between or something like that.
Or if you're a trail runner, it could be rolling hills effort so that you find an area of the mountain so that the hills near you where it's it's very undulating and you're on you're in the middle of the long run and you're just like for twenty minutes, you're like just leaning into those hills and you're making sure you're running all of it, whereas the rest of your long run, you're hiking the uphills and that sort of thing.
We're just throwing in some intervals but like stints, pretty long efforts and stints of hard efforts or harder efforts than the long run.
It's really helpful for kind of simulating race day, but it's also helpful for actually building endurance and like working on fatigued bodies.
So obviously, I'm warning against it quite a lot.
So this might seem contrary to what I've already said, but I'm warning against operating on really fatigued muscles and joints.
Sometimes if you are if you've got the low tolerance and you're able to do this, it's really good to have that long run, have a hard session and then throw in some slightly harder things there.
Still though, for the most part, your long runs shouldn't be too taxing and you don't want to be going all out all the time.
Only towards the end of your training, might want to sort of really have some difficult long runs.
Finally, back to back long runs, this is probably more kind of ultra focused, but a lot of people might do sort of Saturday and Sunday long efforts.
That means they might do three hours on Saturday, three hours on Sunday or something like that.
This is gonna be really helpful, really helpful for for ultra training.
When I get into my peak training, I will certainly be doing stuff like this where I'll have big weekends rather than just a big long run day.
This is going to build durability without one huge session.
There is value in sometimes splitting sessions up, but you really benefit from your long run-in the second half.
And so if you're splitting every long run into two, this is not what we're talking about here.
We're not talking about halving a long run and making it two hour and a half runs for example.
Now we're talking about actually having like a long, a big amount of training over a weekend rather than just all shoved into one run.
How you actually execute your long runs depends on what you're training for.
If you're training for a marathon, specific pacing will work inside your long runs.
You are gonna get just more clinical with your training.
If you're training for an ultra terrain, that is a bit more than pace.
Hiking matters you during your long runs.
I will 100% of the time if I'm out on the trails, I will be breaking into hikes on my easy training one like all the time.
Fueling definitely becomes far more essential when you're when you're doing these long runs.
But if you're just a general runner and you want to incorporate some long runs, you can.
For you, it's gonna be more about health, durability, headspace, not just performance, and there's loads of benefits in relation to that.
The long run is one of the few places where running becomes more than training.
It becomes a bit more of a practice.
There's a lot surrounding your long run that will be challenging psychologically.
And I think that there's benefits in having long runs incorporated in your training, even if you're not training for a race.
好的。
Okay.
Finally, I wanna talk very briefly about recovery, and then I gotta go.
I'm I'm in a rush.
Very busy at the moment.
Just trying to get this get a solo pod out and cover something that I've had some questions about.
I hope you're still with me.
Recovery, let's talk about recovery.
This is something that I think a lot of people ignore, to be honest.
It took me a long time to think about recovery properly, But look, it's not complicated.
Recovery is not complicated.
You don't need to get all of these recovery tools and stuff.
I'm I'm actually wearing these slipper things.
These were sent to me and yeah.
I'm not gonna tell you the brands.
They didn't sponsor.
So if you're not paying me, you're not getting the brand.
But but, like, it I just I don't wanna what are these doing?
What are the what are these slippers doing for me?
They're doing nothing for my recovery.
They're they're doing absolutely nothing for my recovery.
You don't need these tools.
You don't need these fancy things.
They're just they're pointless.
They're not even that soft.
I don't even know what they're doing.
There's loads of recovery tools that you can buy, of course.
You feel free to go waste your money on loads of stuff.
It's your money.
But what doesn't cost money is actually far more effective and that is sleep.
Sleep is better than everything.
Sleep is just the golden bullet for recovery.
So just make sure you're getting good sleep.
Make sure you're getting good consistent sleep.
Get your heart rate down before you go to bed.
Eat no more than or no closer than like three hours before you go to sleep, limit screen time, read a book, do some breath work meditation, get to sleep at a good time, sleep in cool temperatures, maybe crack a window.
What else can I say about sleep advice?
I'm no sleep expert, but there are many very, very intelligent people out there that have written books on the stuff.
And so do everything you possibly can to create an environment that encourages good sleep.
Eat properly after.
Get a good meal in.
Good balanced meal, lots of food, lots of healthy food, protein for recovery, and just make sure you just feed up.
Feed up, my friend.
And then finally, don't stack intensity in the next day.
Don't stack intensity in the next day.
Next day should be a recovery run, should be nice and easy, or it could be some cross training.
Make sure you're moving the next day, but don't be throwing in tons of intensity.
You won't want to anyway, so that's not a risk.
I'll finish with a simple truth.
You don't get fitter from the long run.
You get fitter from recovering from it.
You don't get fitter from the long run.
You get fitter from recovering from it.
This is a fundamental truth about all of your training.
If you go to the gym, you don't get stronger by lifting heavier.
You get stronger that's really misleading, isn't it?
You get stronger by lifting heavier, but the lifting itself is not the thing that makes you stronger.
It is the recovery from the lifting.
This is how muscles work.
They break down and they recover back stronger And it's the same with your long runs.
The long run is essential, but getting the recovery right is almost even more essential because that's where you adapt.
So we've gone through what the long run really is, what it's helping with aerobic capacity, fat fat oxidation, musculoskeletal durability, psychological resilience.
We have discussed the big mistake of running in the gray zone, going too hard in your long runs.
We wanna make sure we're running at a conversational pace most of the time.
We're keeping it easy, about six hours out of 10 max for most long runs.
You wanna be able to finish feeling pretty good.
Aerobic development without excess fatigue.
It should never be more than 30% of your overall volume for that week.
Do not exceed a third of your volume in your long run.
Practice your fueling.
Practice race fueling.
Make sure to carb up.
Hydration matters more than you think.
Do not turn every run into a race, every long run into a race.
Do not chase pace instead of effort.
Do not skip fueling to get better at fat burning.
This is misguided and false.
Do not massively jump up your weekly long run distance and do not run on tired injured legs just to tick the box.
Do not let your ego guide your training.
You can do different types of long runs.
Usually, it's just gonna be an easy long run foundational.
You can do a progression long run, fast finish long run, long run with intervals or back to back long runs.
It's going to be different depending on what you're training for.
There is benefit in doing it even if you're not training for something.
Recovery is essential and you develop and adapt and physiologically change when you're recovering.
And let me finish with one last sentiment.
The long run is not just a run where you're thinking only about running further, it's not just a practice of going far.
The long run is where your body and your mind learn to endure and settle And it's where your relationship with running can either be improved or break.
So if you wanna execute your long runs properly, if you wanna benefit from long runs, you have to execute them well and you have to look after what it's doing for you and your mind and your body.
They can be so powerful.
They can be so beneficial.
They are so powerful.
They are so beneficial.
But if you are executing them wrongly, if you are going too hard, if you're doing all the mistakes that I've highlighted here, then you may break your relationship with running.
The long run should not feel like a chore every time.
Figure out ways to make it exciting, figure out ways to enjoy it, because when you master the long run, you will become an exceptional runner if you can keep it in your life.
好的。
Okay.
If you've made it this far, that means something.
That means that you're interested in training properly, in having a program that actually makes sense, in understanding why you're doing what you're doing.
Well, you may be well suited for my coaching hub.

So instead of trying to figure out what you're doing by yourself, you have a full program laid out in front of you.
And we're not just talking about a running program.
It's a full running and strength program and a ton of resources in the resource library.
