Welcome back to the endurancelab podcast.
My name is doctor Bill Evans, your host, and I cover the physiology of some of the most elite athletes on the planet as well as talking with their coaches and other sports scientists.
And I should probably update that phrase to say, also with just me, Because, again, I'm gonna do another solo podcast.
This podcast is actually gonna talk about different types of training.
And we'll talk about easy running, threshold running, long running, marathon running, interval, and race pace, and even fast pace.
And these are paradigms that come from Jack Daniel's.
And the reason I like them is because a lot of them are rooted in a different physiological process.
They're not perfect, but it's a framework.
Right?
And we can use this framework to kind of get a starting point when we're programming or when we're looking at programming or in trying to interpret our own program.
And then we can use that information to kind of work from there to figure out what things we need to change depending on where you're at in your season.
So that's the intent of the pod.
This past week, I had the chance to talk with Brandon Miller, which was awesome.
He is really inspiring and just fun to talk to.
Like, he's excited about training.
He's young.
He's fast.
And he comes from more of a speed background.
And so hearing him talk about doing strength work is just fun and cool, because he's also really good at that, as you might expect.
He's a one forty three eight hundred runner.
So that podcast will get dropped later this week.
But, also, I want you to take a look at the Life and Stride podcast, because I had the chance to go on and talk with them earlier this week.
I don't know when their episode will drop, but should be happening later this week.
And that podcast is a little different flavor than mine, but it's pretty sweet.
They do, like, a lot of banter.
They talk about honestly, they talk a lot about not running stuff.
And then, yeah, eventually, they get into running.
But they have some really good guests too.
Like, let's see.
Rory Linkletter, I think is is someone that's been on pretty consistently and that they track well with.
They've had myself on, who's a fantastic guest.
不对。
No.
I'm joking.
But I think they had a guy named Iwana on, I I think is his name or something like that.
Iwana.
And he does like a like shoe stuff.
So he's been really cool too.
And, yeah.
So they have a lot of great people on, and you should go check it out.
好了。
Alright.
So in terms of this podcast, let's let's kick it off.
Last podcast, I talked about how mitochondria increased from training, and then we talked about velomax, which is this novel parameter that you can measure by doing a a fifteen second sprint and then measuring lactate every minute on the minute.
And I had some people asking like, okay.
Well, how does this kinda all tie together?
And it ties together because the things that you use or the fuel that you use in your mitochondria, which is a sugar called pyruvate, gets either used by the mitochondria or converted into lactate.
And when we talk about different types of training, you it's important to understand this because it helps frame out why we're doing what we're doing.
I started my Instagram post earlier this week by saying, Jack Daniel said you should know the purpose for every workout that you're doing.
And if you don't, then you probably should.
He actually is probably a little bit more current and direct, but then I go in and break down each of these types of training and kind of the rules of thumb for each of them.
And so I'm gonna start by talking about easy running, and I'll try and bring in some of the measures that I talked about in the last podcast.
So I'll talk a little bit about mitochondria.
I'll talk a little bit about lactate, lactate clearance, and some of that.
So easy running.
First things first.
This is the first type in the book, in Jack Daniel's book, and that's where I'm pulling a lot of this information.
It's from Jack's framework because I like it.
It's a good starting place.
Again, it's not perfect.
I actually think what he prescribes is his easy run pace is a little aggressive.
I generally tell people that somewhere between seven minutes and eight minutes per mile, if you're a sixteen or faster minute five k runner, is probably good.
Jack has another good example where he says easy runs should be two to three minutes slower than your mile pace.
And I think that's okay.
Like, that's not a bad approach.
I do think that if you're gonna use that framework, that it's probably best to air on the conservative side and go with a three minute pace.
And I say this because recently, had two middle school runners.
They're females, and they both run about a seven minute and thirty second mile during the time trial that we did.
And then they went and ran a a five k a few weeks later, and they ran around twenty seven minutes.
And this data is, like, fairly consistent or from what I would expect from them.
But if you take their mile time, which is, again, seven thirty, and you add two minutes to it, you're now asking them to run 09:30 pace, which is pretty quick.
Right?
That's close to their five k pace.
And if you're trying to do that for an easy run, that's probably gonna push them closer to, like, a tempo ish feel.
And we'll we'll break down what tempo means in a little bit here.
But it'll be just a little slower than what we'll talk about in a moment, which is threshold.
So I like to keep it a little bit more on the conservative side of things because we know this, and from Jack's work, know this, that your heart actually maxes out its filling and draining capacity at about 60% of your v o two max.
And we call this stroke volume, which is the amount of blood that the heart pumps with each beat.
And when you're doing easy running, its main purpose is to build up the connective tissue, increase the muscle and bones capacity, but then also to work the heart and muscle.
And so you can achieve the gains in your heart and muscle and cardiovascular system without running that fast.
I mean, that's the key to easy running.
Right?
It's it's easy, simple volume.
It's not mentally stressful.
It's not physically stressful necessarily until you get to really high volumes, and it still drives a lot of the physiological adaptation without a lot of the pain that comes with interval interval running or or faster running.
So anyways, easy running should be about 59 to 74 of your v o two max.
And your v o two max, for those of you that don't know, and I've said this multiple times, I'll say it again, it is a measure of maximal oxygen consumption.
Okay?
It's a measure of maximal oxygen consumption.
And in lay terms, it's the ability of your heart and lungs to work together to deliver oxygen and then blood to working muscle during exercise to make energy.
K?
It's the ability of your heart and lungs to deliver oxygen to working muscle during exercise.
I mean, it's it's that simple.
Okay?
The higher it is, the faster you can run without getting tired, and the lower it is, the slower the slower you will run before you fatigue.
In other words, if you walk up a flight of steps, you'll get fatigued very, very quickly.
If it's really high, that won't get that taxing for you.
So for context, I measured my v o two max this week.
I was pretty impressed.
It was 75.6, which is actually up from this past spring.
And that makes sense because I have been doing a lot more v o two max work because I've been training for the mile.
But, you know, it wasn't it didn't go up as much as I thought, and that's actually something that you should know about your v o two max is that while it does go up, it doesn't go up a ton.
But it going from 74 to 75 is still physiologically meaningful because and we'll do some math later.
It it increases the pace at which I can can maintain my v o two max by quite a bit.
So we'll come back to that.
So 59 to 74% of your v o two max or about 65 to 79% of your max heart rate.
So if your max heart rate's 200 beats per minute, then it's a 130 beats per minute.
And again, I would lean on the lower end of this.
Like, I don't think in easy run, you should be pushing a 160 beats per minute.
I just I don't I don't think it's necessary.
And when you're talking about easy running, you know, Jack Daniels recommends that you should at least be getting at least thirty minutes of continuous running when you're doing this.
I think that's probably fine.
We know that oxygen consumption is gonna level off at about two minutes.
And so frankly, to me, anything greater than two minutes of running where you're sustaining an oxygen consumption is fine.
There's no magic number of, like, easy easy minute easy minutes that you need to hit per run or per day.
In fact, Hobbs Kessler, who's a three thirty, 1,500 or sub three thirty, 1,500 meter runner, you know, he he doesn't do long runs.
Right?
He just does doubles, and he'll do eight mile doubles, and he'll just he'll do that for his long run.
And so, you know, I I get a lot of questions of, well, does this does this have to be all at once, or can I do it in doubles?
And the answer is yes.
You can do it all at once or you can do it all in doubles.
It just depends what you want.
If you're doing it in doubles, that means you gotta take two showers.
You gotta well, you don't have to, but you might go through two sets of clothes, two showers, you know, two kind of stretching or warm up routines.
You're you gotta arrange your diet around each of them.
You don't wanna be crushing pizza before both of your runs, maybe just one.
And so that's kind of the the the deal with doing doubles versus singles for your easy mileage.
But Jack Daniels kind of recommends and again, I'm I'm basing this on Jack Daniels, but, you know, I base a lot of my training from what Jack wrote because it's very systematic.
And I think, as a result, it's easy to track.
But it's not these aren't written in stone.
Like, you can change a lot of this stuff.
And so one of the things that he writes that's interesting is that he recommends that easy runs should only be about 30% of your weekly mileage.
So if you're running 50 miles a week, you're looking at 15 miles a week of easy runs.
I don't necessarily agree with that.
I think it'd be much, much higher than that.
Jack usually uses a three workout per week paradigm, and he also considers the long run not to be easy miles.
So keep that in mind.
Like, even though the intensity is easy, those aren't easy miles.
And then if you're doing marathon work, again, those aren't easy miles, and that can encompass 25% 20 to 25% of your weekly mileage could be your long run.
So, you know, I would group that into your easy miles.
And I know everybody's on this, like, eighty twenty, time intensity distribution.
That's a great starting place, and there's nothing wrong with that.
But if you look at more modern and elite athletes, like Cam Myers, for example, they're working out three times a week, and their time intensity distribution or the amount of time they're spending at high intensity is much greater than 20% of their total volume.
So that can change depending on your training age, your training intensity, where you're at in your season, your health history.
And and again, I'm giving you all the caveats because you need to understand that there's general rules of thumb, then you can break those rules depending on the context.
So, yeah, easy runs, they should feel easy.
Again, they're trying to build your kind of your what we call your base, which is really a construct.
Like, base isn't a real thing.
It's just we're trying to increase your running economy, improve your tissue resilience, allow your bone to adapt, allow your skeletal muscle to adapt without increasing intensity quickly where you're gonna see much, much higher peak forces that, you know, if the tissue's not ready to tolerate, you're gonna have an injury.
So in summary, it helps build resistance to injury.
It strengthens the heart muscle and improves the delivery of blood.
It's gonna promote changes in your skeletal muscle, potentially pushing them more towards type one fibers, whichever your distance runner is good.
Type one fibers are aerobic.
And, you know, one thing that you probably don't wanna overlook is that it helps you get used to running.
Like, running is hard.
Getting used to running is hard.
And when you're doing those easy miles, it's helping you adjust to the mental load and burden of doing easy miles.
And I often think that there is people overlook the mental adaptation that's happening when you're doing different types of work.
So don't discount that.
Like, that is important.
It makes it so that when you're doing a six, seven mile workout, you're like, okay.
I'm used to this.
I've been running 10 mile runs every day.
This is only 60 of what I've been doing.
So, you know, that's important.
Alright.
I'm gonna talk about marathon pace.
It doesn't necessarily fit in here perfectly, but it is the next most intense type of training.
Marathon pace is generally going to fall at about 80 to 89% of your v o two max.
And this actually puts it in a range close to your lactate threshold.
And some say that people can can maintain threshold pace for an entire marathon, which I just have a hard time believing.
But marathoners have really weird physiology, and so it is possible that, you know, Elliot Kipchoge's lactate threshold is about the same as his marathon pace.
It's just surprising, but he is only running for two hours.
And so that makes it much more reasonable to maintain that than if you're trying to do it for three hours or four hours or five hours.
Right?
For him, it's almost a different race than it is for someone else who's gonna, because of the duration of the event, have to rely on metabolic processes that are much more aerobic in nature.
So, again, 80 to 89% of your v o two max or I misstated that.
74 to 75 to 84% of your v o two max and 80 to 89% of your max heart rate, which still I will say that that 84% falls within the range of people's lactate thresholds.
Some we'll talk about threshold in a minute, but it usually falls between on the low end, 83% if you're untrained, on the high end, maybe up to nine I've seen it as high as 92, but typically around the 88.
Marathon pace is interesting because it doesn't necessarily provide a physiological benefit above and beyond interval running or threshold running.
Okay?
Most of the benefits you get from marathon pace can be obtained somewhere else.
In fact, I would say the best, kind of the best way to think about marathon pace is that it teaches you how to train and run at that pace.
I think there's a huge mental benefit because it helps you gain confidence heading into a marathon that you know you can run a certain pace.
You But know, like, the physiological benefits aren't that different than if you were doing easy running or something else.
So I do think that there's a there's a major benefit of learning how to fuel while you're running a marathon.
There's some some more research now coming out that that shows that you need to practice fueling while you're while you're running.
And that when you're constantly taking in more fuel, I think it's the most recent paper I saw is ninety grams per ninety grams per hour is kind of the the ceiling that anything beyond that, you don't you're not really getting much of a benefit, but you can't just start taking ninety grams per hour.
You'll just, like, have a stomachache, get bloated, and poop your pants.
So, you know, it's good to run that marathon pace, practice fueling, practice practice drinking water.
And, again, I think the biggest benefit is probably running economy.
I was reading a review paper recently on running economy where they said that most people, not most people, but the general belief is that if you wanna get better at running at a pace, you need to run at that pace.
But this is where I think there's something to be said about the intent while you're running at that pace.
You've probably experienced this before where you're running mile pace or two hundreds, and you go from tightening up and and running very aggressively and driving your arm super aggressively to trying to run more relaxed and trying to be smoother and not necessarily getting your hand up to your ear when you're in the drive phase, but, you know, a little closer to maybe your armpit.
And, you know, you're relying more on your stride length as opposed to stomping down into the ground for a sprint.
Right?
Those are two different movements even though you're running the same pace, and they have two different oxygen consumptions associated with them and two different neural patterns.
So I actually recommend or when I talk about coaching, I try to encourage people to not just focus on pace, but think about the way that they're running that pace.
So one cue that I give people is to visualize that you're actually you know, if you're running mile pace, say to yourself, alright.
I should feel you know, I wanna feel like I'm on the first or second lap, not the third or fourth lap.
And in the same way, if you're doing two hundreds and you're like, well, I'm gonna run these at goal 800 pace.
Okay.
That's great and all.
But if you're giving 400 level effort and you're driving your arms like it's a 400, you're not gonna be able to hold that for an 800.
So I'd rather see someone run current 800 meter pace with the right intent, smooth and controlled, than trying to rip a 200 at 400 meter pace when the purpose is to run an 800 meter pace.
So again, this goes back to Jack's point of like, you should know the purpose of the workout you're doing.
And we'll talk more about this throughout the podcast.
But so the purpose of marathon running is to teach you to run a marathon pace.
Okay?
And a general rule of thumb is that I would not recommend doing more than 18 miles of marathon pace in any given session.
I think that's an insane amount of marathon pace, and I wouldn't recommend doing any more than that unless you're a seasoned veteran marathoner.
So, again, usually, the rule is the lesser of 20% of your total volume.
So if you're doing 50 miles a week, then that'd be 10 miles at marathon pace or at at most 18 miles.
So if you're doing a 100 miles a week, you can do up to 18 miles of marathon pace.
Even though 20% would be 20 miles of marathon pace.
You take the lesser of the two.
So that's marathon pace.
And, this is about three minutes per 10 k slower than your 10 k race pace.
So if your 10 k race pace well, that's not a perfect way.
But one way to estimate marathon pace for runners, you know, who finished some serious 10 k races is to estimate marathon pace as being about three minutes per 10 k slower than their 10 k race pace.
So if you went and you ran thirty three minutes, then your 10 your marathon pace might be thirty six minutes.
对。
Yeah.
What so whatever pace that breaks down to, five forty something.
Right?
So that's like one way you can kind of estimate your marathon pace based on your your 10 k performance, which are very strongly correlated.
I have some data showing the relationships between 10 k performance and marathon performance, and it's the correlation value is up to, like, 0.8 something, 0.9.
So very, very strongly correlated because they largely depend on the same metabolic process, which is aerobic metabolism.
Okay.
Moving on.
So you got easy run, you got marathon running, and then you have threshold running.
And this is the one we've talked about kind of quite a bit to this point.
And so threshold running is gonna be an intensity at or around your lactate threshold, which is going to be the intensity whereby any progressive increase in intensity has a nonlinear increase in fatigue.
Any increase in intensity beyond your lactate threshold has a nonlinear or exponential increase in fatigue.
In other words, going from running if your lactate threshold is six minutes per mile, and you go and you run, five fifty pace, and then you go and run five forty pace.
The fatigue you feel from six flat to five fifty will not feel as aggressive as the fatigue you will feel from five fifty to five forty.
Because even though the change in pace is only 10, it is nonlinear.
So you are twenty seconds below your lactate threshold.
That doesn't mean you're you're twenty seconds more fatigued.
It means or 20% more fatigued.
It means you're nonlinear, exponentially more fatigued.
Right?
So if you look at any critical power graphs or data, you know, it kind of informs us a little bit more.
But what you really need to know is that your threshold should be comfortably hard.
You know?
A good way to think about your threshold is if you're do if you're doing it and you were asked, hey.
Can you hold this for thirty or forty minutes?
And if the answer is no, then you're running too fast and you need to slow down.
And at a physiological level, again, it's the intensity at which you're producing and clearing lactate at the same rate.
And I'll say that with a slight caveat because, technically, any intensity where you have lactate in the blood that's not, like, going up every single minute that you're running, you have what we call equilibrium.
In other words, you're accumulating and clearing it at the same rate.
It's just that you're able to tolerate a certain amount of lactate at any given point in time and thus fatigue because of, your intensity.
So if you think about somebody running one point five millimoles versus four millimoles, at four millimoles, if you have them run five seconds faster, all of a sudden, they're going to start accumulating lactate even if the pace doesn't change.
So if you have them running what would be five millimoles and you just have them try and hold that base as long as they can, eventually their lactate will start to rise with duration, not intensity.
But if you have somebody running at 1.2 millimoles, which is slower than their their lactate threshold, then they could run for two hours.
Their lactate's not gonna change.
Okay?
They're not gonna develop progressive fatigue.
So well, they might, but it won't be a significant amount of fatigue.
So when you're thinking about threshold, you have to think about it as the amount of lactating your blood that is tolerable.
Right?
Because it's a flux.
Right?
It's how much lactate you're making and how much you're clearing.
And so it's the amount of lactate that you can tolerate in your blood, which is associated with a certain amount of hydrogen ions and thus a certain amount of buffering and thus a certain amount of lactate clearance.
Like, they all go together.
So when lactate is higher, when it's closer to four, you are you have a reasonable amount of excess hydrogens every single second.
Every single second, you've got four millimoles worth of excess hydrogens.
Again, those hydrogens aren't coming from lactate necessarily, but they're they're linked with the lactate.
And when you've got five millimoles or six millimoles, you're producing those hydrogens, you have they're produced at a much higher rate, and you have more of them sticking around.
And so, you know, you're not able to necessarily clear them as fast as you're producing them, which is why if for every second that you're running above four millimoles, you're slowly accumulating more lactate, slowly accumulating more hydrogen, slowly accumulating more fatigue.
That doesn't really happen under four millimoles.
And I keep referencing four millimoles because that is what we call the onset of blood lactate accumulation or OBA.
And so it's kind of like what people consider to be the general intensity where anything beyond four, you're starting to see, like, those nonlinear or exponential increases in lactate.
One thing I will point out is that I tested somebody in the lab this past week, and shout out Jake.
His his lactates, like, when they started to spike were much higher than I've ever seen before.
His lactate started to spike at, like, 5.5, which is at 1.5 millimoles higher than it normally does, which is four.
But he was holding, like, five for quite a while.
Why that happens, how it happens, what it means physiologically, I'm not really sure.
He is an 800 runner, and so I'd like to measure his velomax to see kind of, like, what would happen.
But, yeah, kind of a crazy observation for me.
And then his peak lactate was much, much higher.
When I did my v o two max test, my peak lactate was only 7.6, 7.7.
His got up to like nine, but our our ventilation metrics were very similar.
So, yeah, it's it's complicated is the the point that I'm trying to make.
It's it's not always the same.
But the thing about threshold running, and I'm talking about it a lot because it's it's the sexiest thing on the market right now.
It's all anybody wants to do, is that it is going to increase your endurance.
Okay?
It's gonna increase the amount of work that you can do at your threshold.
So it is really helpful, particularly for the half, particularly for the full, and it will improve the pace at which you can sustain your lactate threshold at.
So I think a lot of people right now have the frame of mind that strength is speed.
And when we say strength in running, we mean aerobic strength.
And having a faster lactate threshold would be traditionally described as having more, quote, unquote, strength.
And so everybody's slamming threshold runs right now up to fifteen, twenty, 25 miles a week of threshold because they're doing double threshold work, and, you know, they're just pushing that threshold really, really high, really fast.
The problem is at some point, you're gonna get close to your v o two max, too close to it, and it's not getting any faster until you do v o two max work.
So you can't just do threshold all year.
Like, it's not going you're going to plateau in the same way that if you just did v o two, you plateau.
You have to do it in conjunction with other stuff.
And your threshold, again, is about 88 to 92% of your max heart rate.
So if your max heart rate is let's just use 200 because it's easy math, then your threshold heart rate would be somewhere around one ninety.
Okay.
My max heart rate's about one eighty three.
So, you know, roughly eighteen eighteen beats per minute lower puts me at what, like one that can't be right.
That math doesn't add up.
My maybe my max heart rate's higher than I think it is.
I don't know.
But I will say one thing that I've observed is that your the more fit you get, the harder it is to get those, like, heart rates in that range for your lactate threshold.
Like, when I see people that are very, very fit marathoners, their threshold heart rate might be, like, one sixty five, and their their max heart rate might be, like, 200.
And that would put them on the lower end of that scale.
Right?
They're they're in the 83% range for their their lactate threshold.
So I think the reason this happens is because the heart becomes very, very well adapted, but you still have limitations of the skeletal muscle and how well they can consume oxygen to where basically the the adaptation in the heart has outpaced adaptation in the muscle.
And some of that is due to, like, how much volume of blood you have, might be your cooling capacity, how you're distributing the blood.
I mean, it could be all sorts of things, but it is interesting because the two should be tightly coupled, and they're not always as coupled as I think they should be.
So whether, you know, whether that's local control of blood flow, which I think it could be, or it's something in the heart, it's hard to say.
Needless to say, in terms of v o two max, it's about 85 to 88%.
Again, I think 88 to 92% is a little more accurate.
That's what I've typically seen in my lap from people.
But it it's it's usually gonna be an intensity that you can comfortably hold for twenty, maybe thirty minutes.
Anything above 30, it starts to get uncomfortable, and it's about an intensity you can hold for about an hour on race day.
So that kinda gives you the frame of mind.
And so when you think about that from a practical perspective, you know, if you're thinking about the 10 k and let's say you run a thirty six minute 10 k.
Well, if threshold is the the pace you can hold for about an hour and a 10 k is 36, then what that means is that most of the 10 k is determined by your threshold, which is why if you take your 10 k pace and you compare it to your half marathon pace, they're not that different.
Because, again, anytime you run even marginally faster than your threshold, there is a nonlinear increase or an exponential increase in time to fatigue.
So, great, your lactate threshold's five twenty.
That's gonna be around your 10 k pace.
Because if you start running five ten, you're going to fatigue really, really quickly.
And so you kinda have to think about these races and your thresholds as, like, almost like a rate of fatigue or a rate of decay or weighted averages.
That's how I think about it, at least.
So what are some other things about threshold that you should know?
Jack keeps a pretty low bar for threshold.
So he recommends that you might only do 10% of your total weekly volume in threshold.
Keep in mind that he does make some caveats and says that, you know, some advanced runners might have a might accumulate 15 miles at threshold in a single workout.
And then, you know, if he's got somebody running a 150 miles per week, this is when they would do 15 miles of threshold.
比如跑五英里阈值,休息五分钟;再跑四英里,休息四分钟;
They might do, like, five five miles at t, five minutes rest.
三英里阈值,休息三分钟;
Four miles of tea, four minutes rest.
Three miles of tea, three minutes rest.
So on and so forth, all the way down.
And he usually uses a five to one work to rest ratio, which I kinda like.
I think that makes sense.
So if you're running for five minutes at threshold, you should take about a minute rest.
If you're running for ten minutes, you should take about two minute rest, so on and so forth.
I am more in favor of less because I like the fact that you can slowly accumulate fatigue if you're not fully recovered from the previous rep.
But obviously, that comes with some caveats because eventually you'll fatigue too soon and you won't be able to finish the whole workout.
One other thing I wanna point out is that, again, when you're doing threshold, you can either do it steady for twenty or thirty minutes, probably closer to twenty, or you can break it up and you can do one k's at threshold pace with maybe a minute rest or forty five seconds rest.
So if you're running a three thirty one k, three twenty one k, you'd take a minute rest.
That's like a pretty standard workout.
And that's a three to one work to rest ratio.
So that's a little bit more aggressive than a five to one work to rest ratio.
Or sorry.
I rephrase that.
Less aggressive is what I meant to say.
And so those types of workouts, you would you'd wanna make sure you're doing adequate volume.
So the the higher the work to rest ratio, the more volume you can do at threshold.
Or I'm sorry, the less volume you can do at threshold.
Whereas the lower the work to rest ratio, so if it's three to one, the more work you can do at threshold because you're not accumulating as much fatigue rep over rep.
So I wanna quickly break down, like, when people say, like, tempo versus threshold.
I'm going to I'm gonna define it the way that Jack does.
So he writes, one issue that often comes up regarding tempo runs is duration, and differences in the definition of tempo cause concern.
Some coaches and runners will talk about a sixty minute or 10 mile tempo run.
And when you realize elite runners can just about race a t pace for sixty minutes, it's hard to imagine a person going for a one hour tempo run just in training.
So the way Jack uses tempo and threshold is pretty much the same intensity.
It's just he calls the broken reps threshold reps, and he calls a steady threshold rung a tempo run.
So these these terms can be used interchangeably.
Right?
If you're a sprinter, they can be a little different because they use tempo to describe, like, to describe, like, more intense running.
But for distance runners, I like to stick to just threshold.
And I only use the term tempo to describe running at threshold for kind of prolonged durations of time.
If I leave this world and that's the only thing I do is clean up the discrepancy between tempo and threshold running, then so be it.
That's fine.
So, again, some other examples of typical workouts you could do would be five one mile runs with one minute rest, three two mile runs at tempo with two minutes rest.
These are pretty standard, like, threshold workouts.
Two by sorry.
Five by eight minute threshold with ninety seconds.
That's a pretty common workout that Marco Langan does.
He might actually take a minute.
But, yeah, these are all versions of roughly the same thing.
So moving from threshold, we have interval running.
Interval running is more intense.
Interval running is going to be running at your v two max.
So just in summary, easy running is gonna be running at less than I would recommend doing it around 70 percent of your v o two max.
Marathon pace is gonna be between 75 to 84% of your v o two max, And we'll talk about how to calculate that in a moment.
And then threshold running is gonna be between 80 to 86% of your v o two max.
Though in more trained runners, it's gonna be as high as 85 to 88%.
So that's just like a training effect that you see.
Now when you're talking about v o two max, you're running at your v o two max, your velocity at v o two max.
And I looked at some studies that tried to determine how long somebody can hold their v o two max.
And Jack Daniel says it can be held for up to eleven minutes.
I kinda disagree with that.
I think based on the studies that I read, it's closer to five or six minutes.
So a true v o two max.
Right?
He has some different constructs when he talks about v o two max.
But, you know, like people say three k pace, that's probably a good starting place.
It may not be their actual v o two max, velocity of v o two max.
For context, my velocity at v o two max is calculated as, like, four thirty pace, but I can't run that for more than four or five minutes.
Right, which is kind of in line with the research I was stating.
The thing about running at v o two max is you're still going to see progressive fatigue because you're running faster than your threshold, your lactate threshold.
So when you're running at v o two max, you're consuming as much oxygen as you can, but you're also still using other metabolic processes to produce energy, and those processes cause fatigue.
So it's not like all or nothing.
Thing about running at v o two max and why I think a v o two max test is really, really helpful, because a lot of people are like, oh, your v o two max doesn't matter.
I disagree disagree with that entirely, is that you can determine the actual velocity of your v o two max.
So the the difference in runners is economy.
Right?
So somebody can have a lower oxygen consumption at a certain intensity than another runner, even though they have the exact same v o two max.
So, like, for example, I was running at five five minutes per mile, and my v o two max was 70 or my v o two, my oxygen consumption, was 70 to 71, okay, which is right near my v o two max.
Okay?
My threshold is five twenty pace, which puts it about 83% of my v o two max pace, so much, much slower.
And the thing I noticed is that, you know, to hit v o two max, I had to add grate because our treadmill only went up to 12 miles per hour.
And I was running at a v o two max equivalent of a 78.
Okay?
But my v o two max was only 75.
And that tells me that that pace was too intense.
And this is often what I see from people, is that they they run too hard during their v o two max reps.
Okay?
Typically, you don't see people not run hard enough.
In my case, I'm actually probably not running hard enough for my v o two max reps, which is an interesting observation for me.
So the the reason this is important is because you really wanna dial in the intensity, the real velocity at your v o two max, not just an estimated.
Again, my estimated velocity at v o two max is four twenty.
That is probably, you know, that or not four twenty, four twenty five.
Like, that was measured we're kinda using some proxies in the lab.
But what I'll tell you is this, is what I thought my velocity at v o two max was was five flat pics.
And I was five milliliters per kilogram per minute or about 10% below, 8% below my actual velocity of v o two max.
So five flat is too slow for me if I'm trying to drive up v o two max.
Four forty pace is probably too slow.
If I really wanna drive up v o two max, I probably need to be running closer to four thirty five, four thirty.
And that sucks because I don't wanna have to run that fast.
And it also means that I probably can't do some of the traditional true v o two max workouts that Jack Daniels recommends, which is why I think that his calculation for v o two max is off.
Because, you know, I think he recommends, for context, that a that a good v o two max rep should be three to five minutes in length.
And I actually do agree with that.
But I could not run four thirty pace for three minutes in a workout.
I mean, it would it would be miserable.
I could probably do it once, and then I would just break down unless I had really, really aggressive rest, which I will say Jack Daniels recommends a two to three one to two to three work to rest ratio.
So if I had done if I had done three minutes at v o two max, he would recommend up to six to nine minutes of recovery, which, you know, makes sense for that duration.
Whereas if you're doing v o two max reps, say you're doing, like, in my case, unfortunately, it'd be around mile pace.
I'd get roughly two minutes of rest, which which feels fair.
You know?
That's probably a little generous, but this is really where it comes down to what is the purpose of the workout that you're doing.
This is why Jack says that.
Because you can go and you can run your VO two max mile pace, which is close to my VO two max, and have two minutes of rest.
And that workout's purpose is to drive up, is to run at VO two max.
You could take the exact same or a similar construct of a workout, and you could say, okay, well, I'm actually going to try and push up your v o two max.
I'm not concerned with your your actual pace that you're running at.
I'm not concerned with any of the the motor learning.
I'm just concerned with the physiological adaptation.
I wanna get as much time running at v o two max as possible to to increase your actual v o two max.
Well, if that's the purpose of the workout and not to run at mile pace to get ready for racing a mile, then what you'd wanna do instead is to have shorter rest, potentially shorter reps, and you wanna stack them together.
Because we know that oxygen consumption from rest takes about two minutes two to three minutes to plateau.
And in elite runners, it's it's as short as ninety seconds.
But that's from rest.
So if you're starting a rep and you're doing let's say you do you know, let's say you're doing four hundreds at interval pace.
对。
Okay.
So for me, I'm doing them, let's say, at 73 or something like that.
And then I take forty five seconds rest.
Okay?
Well, I'm now going I'm not gonna fully go all the way back down to resting v o two.
My v o two's gonna be around 40 or 50 at the end of that forty five seconds.
And so by the time I start the next rep and get rolling, I get back to v o two max quicker.
So that's another way to increase the time that you're running at v o two max as opposed to just doing, like, you know, three minute rep, full recovery, four minute rep, full recovery, so on and so forth.
So there's different ways to get at running at v o two max.
That's really what I'm trying to say.
And so again, some general rules of thumb would be a three to five minute rep is like a good amount of running at v o two max.
I would probably say that's not really your v o two max if we measured it in a lab, but it's close enough.
And then taking two two to three times more rest than work is probably good.
Unless you're expecting the whole workout to just be like ten minutes, which is, you know, there might be a reason for that.
Again, it's important to know why you're doing the workout you're doing.
And Jack recommends only doing about 8% of your total weekly volume in v o two max.
And again, this is a starting point, but you could probably do more than that.
It just depends where you're at in your season.
And then finally is running at race pace.
So race pace or or he calls it repetition pace is realistically mild pace.
And so for me, my v o two max pace, this is where I get confused, is because the two start to conflate, is that my v o two max pace is very close to my repetition pace according to Jack's paradigm, which is why I think there might be some issues with it.
I think that true v o two max pace is probably faster than Jack thinks it is, and repetition pace is probably closer to what your actual velocity at v o two max is, unless you're a highly efficient runner like Camp Myers or something like that.
Again, this is all different depending on, like, how efficient you are.
But, you know, if you're doing rep work, it's gonna be much, much more intense.
And, you know, some some workout some repetition work, if you will.
So let's see.
He's he's got some, like, potential sessions here.
200 meter jog at mile pace with two hundred two hundred meter run at mile pace and 200 meter jog, and then three by 800 at mile pace.
Jeez.
This is brutal.
With 800 meter jog, and then four by 600 at mile pace with 600 meter jog, two by 400 at mile pace with 400 meter jog.
That is a brutal workout.
Right?
You're essentially running a lot of intensity and then kind of backing off again.
So, you know, I think this is where you really need to think about why you're doing what you're doing.
So let me give you an example.
是的。
Yeah.
And and this is right out of Jack's book.
This isn't why, but it but it's a really good example.
Some runners and even some coaches believe that if a good workout is 10 by 400 at seventy seconds each with three minutes of recovery between the faster runs, then 10 by 400 at seventy with only two minute recoveries would be a better workout.
I would argue the latter could be worse.
Consider the purpose of the workout.
Is it to improve speed and maintain good mechanics while running fast?
However, if you cut the recovery time, you may not be adequately recovered to run four hundred and seventy seconds with good mechanics, and struggling is not accomplishing the purpose of the workout.
This goes back to what I'm saying with the intent of your running.
Right?
If you're running the workout with poor mechanics and running it more like a sprinter as opposed to an 800 runner, you're not accomplishing the purpose of the workout.
So I know there's a lot of, like, caveats and nuances here, but I'm trying to give you a framework to start with.
Something to, like, start and think about it.
Some other general rules of thumb that people use, and again, I was going based off of Jack's work, is to think about how should I say this?
To think about your mile work as doing double you can do up to double the volume.
So and that works with really anything under that as well.
So for 400 meters, if you're training for the 400 and you're doing running at 400 meter pace, you can do up to 800 meters worth of 400 meter If you're training for the 800 and you're you're running 800 meter pace, you can do up to 1,600 meters of 800 meter work.
And for the mile, you guessed it, you can go up to two miles of mile paced work.
So that's like another general rule of thumb.
好的。
Okay.
So coming back, I wanna kinda just review some some things as well.
So I just wanna make sure I got these work to rest ratios right.
Was going off the dome, and now I'm kinda nervous that I was wrong.
So I'm gonna just say them again to make sure I was right.
对的。
Yep.
Because turns out I did have a little bit of mistake.
So again, easy running.
65 to 79% of your I believe this is this looks like heart rate.
对。
Yeah.
65 to 79% of your max heart rate.
And this is 25 to 30% of your weekly mileage.
And again, this is if you're doing, for these percentages, just think for marathon for a marathon.
Okay?
Marathon pace can be between forty and a hundred and ten minutes.
It's to practice pace.
That's the purpose of it.
And it's 15 to 20% of your weekly mileage.
Threshold is to improve your endurance, and it's gonna be twenty minutes max steady, a five to one work to rest ratio, and up to 10% of your weekly mileage.
You have aerobic power, which is gonna be your v o two max.
Your interval work, this is five minutes max.
You're going to have five minute max for each rep.
This is where I messed up.
This is gonna be a one to one work to rest ratio.
As I said before, I think this is a little bit aggressive for actual v o two max, but this is all person dependent because people are less efficient.
That's where the v dot comes in and how Jack kinda gets around this.
And then he would say that this is either the lesser of 10 k of volume or 8% of your weekly mileage, which I think is fair.
And then when you talk about repetition work or r pace, I'll I'll always call it race pace because it's always mile pace, basically.
He says that these reps should be no more than two minutes max, which is true.
Running mile pace for more than two minutes, kinda to my point earlier, is, like, very, very challenging.
And you would you would do a one to two to three work to rest ratio.
So this is where I messed up.
This threshold is five to one work to rest, interval is one to one, and repetition pace is one to two or three.
And again, he says that this is either eight k of work or five percent of your weekly mileage.
So threshold is 10% of your weekly mileage, interval is 8% of weekly mileage, and then repetition pace is 5%.
This assumes that you've got easy running and marathon running in there that are making up to 50% of your weekly mileage, and then you've got a long run as well.
So that's where you're able to get the 100% because your long run is 25%.
Marathon is 20%.
That's 55%.
And then if your easy running is the other, 30%.
Now you what?
You only have 15% left to play with or something.
So those distributions, you know, they change depending on, like, how you're breaking up your easy runs, your long run, are you doing marathon work.
And in that way, you can get your sum total of a 100 so overall, this is I know this is complicated, and there's, like, a lot of rules, but I'm I'm doing my best to give you kind of, like, the framework from Jack Daniel's that I personally like.
I've already said before, I think I think the I PACE is is a little aggressive, and it's probably not actually v o two max.
I think that the the mile pace is probably fair.
I think you can do more threshold work than he recommends, especially with modern training and recovery and fueling.
I think your easy volume can be higher than he recommends and that you don't necessarily need to run as faster easy runs as he says, which are, you know, he recommends about three minutes slower than your mile pace.
Know, he says two minutes slower.
So for me, I'd have to do all my easy runs at, like, six twenty pace.
I don't wanna do that.
Right?
I'd be much more comfortable at seven forty pace, which is, you know, way slower than he would recommend.
But I'm also older, and he worked with a lot of collegiate athletes.
So you kinda have to look at those those pieces individually.
是的。
Yeah.
So hopefully, this was helpful.
There are other types of workouts that fall into these categories, like a fart lick can have elements of all of these.
You've got sprint development, which wasn't on here.
There's also fast paced running that Jack refers to, and this is, again, gonna fall under that speed development.
Typically, it's gonna be 800 meter pace.
That's what he calls his f pace.
So there's also a huge proportion of that that's gonna be largely driving glycolytic adaptations.
So, yeah, there are some other nuances and other pieces of this, but I'm trying to give you kind of the the whole big picture.
So hopefully, you enjoy this podcast.
I know there was a lot of stuff in it.
Hopefully, it's not nearly as technical as the Velamax one and that this makes sense when it's all said and done.
One piece I wanna mention as we kinda, like, transition out is that the relative distribution of each of these changes throughout the year.
So if you're if you're a marathoner, right, you might do v o two max on the early side, and then you're gonna do you're gonna transition, or maybe easy running into threshold, into v o two max, from v o two max, back into threshold, back into marathon pace, back into race.
Right?
So you go you gotta kinda, like, low intensity, high intensity, back down to marathon pace, into race based stuff.
If you're an 800 runner, you might go in the fall.
You're gonna do general prep.
You're gonna do a ton of v o two max work.
So you're gonna do pretty much hill sprints because they have multiple purposes.
They're they're not as stressful on the body.
They increase the training load, and then they also drive v o two max because you're you're well beyond your v o two max during hill sprints.
So you're doing maximal aerobic work and glycolytic work.
And then as you transition closer to the end of fall into kind of like indoor, you start to get more specific.
So you'll bleed in mile pace at the end of the fall into 800 pace at the beginning of sprint.
Indoor, you'll use racing as a little bit of a sharpening tool because you know you have an outdoor.
And then if you're doing a double peak, you'll get very specific in indoor.
And then you'll go back to outdoor, go back to v o two max work a little bit to do more hill sprints, and then kind of recycle and go back into getting more specific until you're racing and you're doing very, very specific work.
So, you know, like, each of these pieces, depending on what you're doing, you're you're changing the distribution of these.
And you're breaking rules, and you're making rules as you go, and that's the art of coaching.
Right?
Jack gives us a framework, but good coaches take that framework, and they adjust it based on their athlete and where they're at in the year.
So that's, like, the essence of true periodization.
So, hopefully, this is helpful.
I've been talking to you guys for about fifty minutes.

It's really cool.
He breaks down a week in the life.
I also recommend going back and listening to the Cam Myers podcast.
He broke down his training in in gory detail.
Australians have a really cool paradigm where they do three workouts a week plus some speed work.
So I'm gonna try that with some of my athletes.
But happy listening.
