And you'll notice, we don't talk about any magic workouts, secret strategies, or killer training sessions.
Instead, we recognize that everything matters.
Consistency, mileage, cross training, speed development, and a strategy for what to focus on and when.

是的。
Yeah.
No.
Thank you so much for having me.
I'm excited.
对。
Yeah.
We're gonna get started with just kind of an introduction who you are, how you got into running.
So give us some broad basics.
Like, you are how old are you?
How long have you started?
How long have you been running?
And how long have we been working together?
So I'm 30 and I've been running for about ten years.
Like really training and like doing races and stuff more like nine years ish.
And we have been working together for almost two years.
Almost two years.
It's just flown by.
I know.
Time flies when you're having fun.
没错。
Yeah.
I'm glad I'm glad that that, you know, it seems like you've been running now pretty consistently competitively for about nine years.
Let's talk a little bit about what things were like about two years ago when you hired me.
Just give us a broad view of, like, how how were you thinking about your running?
You know?
What were let's say, what was your marathon and your five k PR maybe at the time?
And why were you why why were you initially thinking about hiring me in the first place?
好的。
Okay.
So at that point, I actually hadn't run a marathon.
So I had just gotten done with a half marathon, and, there was one I did earlier in the summer almost exactly two years ago, and I ran a PR for that time, so two years ago, and that was like a one forty eight.
And I had built a lot of speed.
I basically spent like the first two years after, I had my son just like trying to build speed because I'm like, oh my gosh, I am so slow.
And, got myself down to a five k.
I think it was like twenty three minutes or something like that.
Just under like a seven thirty pace.
And I just remember one day, I was scrolling through Instagram and you had something on your story and you're like, oh, I'm looking to add a couple of one on one coaching clients.
And so I was like, oh, you know, I've kind of been thinking about that.
And I know next year, I really want to run my first marathon.
And I know that just based on my very limited knowledge, I didn't grow up running or anything like that, That it would be really really challenging for me to get there by myself.
And I'm one of those people who is kind of terrified of failure.
And so, I was like, well, you know, I don't wanna be the person that hits the wall or, like, doesn't train properly for this or doesn't have, like, a complete, like, perfect strategy or anything like that.
And so I knew that I needed some help to get there.
Well, and here you are.
It looks like you you happen to see an Instagram story.
Just think about how kind of rare that is.
Like, they're only up for twenty four hours.
You happen to see it.
And it's changed a lot of how your running has evolved over the last couple years.
It's just wild thinking about these little moments and how important they end up becoming.
Let's talk a little bit about your training before we started working together.
Because I know that we have, you know, done a lot of new things in training.
I know you've hit a bunch of mileage records, you know, kind of over and over again.
So now at this point, I'm I'm I'm I don't quite remember what your mileage levels were like two plus years ago when we first started running.
So were you running a lot less?
How consistent were you with workouts?
Like, what did the training look like?
So, I was running a lot less.
I Most weeks it was like 25 to 30 miles per week.
And, I'd say 80% of my runs were incredibly slow and incredibly short.
I was pushing a stroller, so I was running like a twelve minute mile all the time.
And so yeah, I would just do like three to five miles during the week.
And then during the weekend, I would have a little bit more time to do a long run or whatever.
And then sometimes if I was really training for something like a half marathon or, you know, even trying to just like build speed in a five k, then I would hop on the treadmill.
But other than, like, my once or twice a week treadmill session and my long run, everything was, like, really, really short and really slow.
是的。
Yeah.
You're pushing a stroller, so that that's, of course, a little bit expected.
I think one of the things that strikes me about coaching you is how consistent you are.
And and I never heard you say before, I'm probably afraid of failing, which is why I maybe hired you in the first place.
Do you think that mentality affects your consistency?
Because every week, and we we talked about this offline before we started recording, I look at the training log that you fill out, and and I'm always just amazed because it looks almost exactly like the actual training plan that I've written for you down to the paces that you're executing.
I mean, are you are you you adamant every day about being as consistent as possible and just kind of being in that routine of executing?
是的。
Yeah.
不是。
No.
没错。
Exactly.
That's exactly what it is.
And I remember, when I first started working with you, someone was like, how do you get all of these runs in?
And it's just one of those things, like, I just make myself wake up really early and make my day longer.
And, I mean, it doesn't seem to really affect my energy all that much.
But, you know, just so I can get those runs in, especially because some of them are a little bit longer during the weekdays.
是的。
Yeah.
是的。
Yeah.
We certainly have put some some structure around your running.
And, you know, I think I mentioned this on a podcast recently, but, you know, if if I were to rank the important things that help a runner improve over the long term, maybe up there with consistency is is that overall structure, having this repeatable framework of training where you can plug in your long runs, your workouts, and of course, there's variation.
Things are gonna evolve and progress, but it is somewhat the same framework repeated over and over again.
Just like, you know, you pull up any training plan, long runs are on a Sunday and you get your workout on Wednesday and, you know, it sort of follows the same pattern over time.
And you are so good at repeating that pattern.
So if there's anyone listening who wants to know how to become a better runner, it's find the pattern that works for you, the schedule, whatever you have to do to execute that.
Maybe it's getting up really early.
I know I've had to get up at five in the morning a lot of the times to get in the training that I wanted to get in.
It's not always fun, but I think you're right.
Like ultimately it doesn't really affect your energy throughout the day, and it's so worth it because then you have this whole other kind of running life that's separate from being a parent, being a professional, you know, being an athlete is this other identity that I just think is so fun.
And if you're if it means you have to wake up an hour earlier, I am willing to make that sacrifice too.
Kiki,
Talk to me a little bit, Kiki, about, like, the first couple months of working together.
Were were you surprised by anything or or even, like, maybe even annoyed at me slightly for anything that I maybe told you or the kinds of workouts that I had you do or, you know, complaining maybe that I'm having you run too much?
Like, what what was that initial period like?
I think that we eased into it so gradually.
So the mileage really, it seemed like very very natural natural progression, just because it's like, oh, okay.
We're gonna start basically where I'm at.
And at that point, it was, I don't know, less than a month after I'd finished a half marathon and taken a week off.
And, so it was just kind of in this rebuilding phase.
And so we you know, the first couple weeks, it was like that 20 to 30 mile, per week range.
And, I think the thing that was most challenging for me, I never warmed up before any of this.
And so I'm like, okay, you know, now I need to block in an extra ten minutes, before every single run-in order to get these warm ups in.
And I was like, they're they're not gonna make that big of a difference.
And within, you know, a week or two, I'm like, okay.
They do make a difference.
And, you know, same thing with like the strength.
I had gotten into a routine like the days that I had a workout or a harder run or something, would also lift and, but I didn't do like any of the body weight things in between.
I wouldn't do like the core or anything like that.
And so, yeah, blocking out the time to one warm up and then, you know, either right after the run or just like some point in the day definitely, to get all of those other strength, or mobility in.
I feel like that was probably the biggest adjustment because, yeah, I just wasn't used to doing any of that.
And then after, I don't know, the first month, like once we really started getting into more mileage, probably like 35 to 40 miles, which wasn't until about a month or two after we started working together.
I really really felt the benefits because like my legs never feel tired.
Even though I'm adding in all of these extra miles, even though I'm doing the strength and everything, I'm just like, everything feels great.
And so like, that's when I realized, oh, okay.
Like, I guess there is a a rhyme to the reason and, you know, not just, oh, I have to do this warm up or, oh, now I have to do my core after this Tuesday workout or whatever.
是的。
Yeah.
There there's there's definitely a reason for it and I'll I'll be the first one to say, it's always the first thing that goes when you're short on time or you're in a bad mood and you just wanna get out the door and get your run over with because you ran out of coffee in the morning, you know, and you're cranky, whatever it might be, you know, and and the benefits of those warm ups are often, I'm I'm actually surprised that you started feeling good after a week.
Usually, it's like a week of, you know, missing out on extra ten minutes of sleep, and it makes you feel a little bit maybe sore or clunky when you first start running because you're not used to that.
So it usually takes two or three weeks, but I'm glad you started experiencing some of those benefits early.
And I do think they compound over time.
You know, as someone in your twenties, when we first started working together, you could probably afford to to skip it.
You know?
Like there's a lot of shortcuts you can take when you're young and your body's cooperating with you.
And and I think as you as you get older, as you challenge yourself with harder training, whether that's mileage, longer long runs than you've ever run before, whether it's on the intensity side of things, you have to be doing that kind of foundational work to maintain your body, to maintain range of motion and flexibility and mobility and strength and all the things that we care about outside of endurance so that we can actually maintain the endurance and keep it going.
Let's talk about the first race that you trained for when we first started working together.
It was let's see, the summer of two thousand and, 2024.
What were you gearing up for in that fall when we first started working together?
是的。
So yeah.
The very first, like, goal race that, I trained for was this let's see, steamboat half last year.
And, I I just remember, like, okay, I'm going through all this and definitely more mileage than I had ever run for a half marathon.
And the longest long run I'd ever done at that point, the longest run I'd ever done at that point was like 14 miles.
And I think for that one, had me get up to like 15 or 16.
And, I think 46 miles per week was my, peak for that specific training cycle.
And I feel like, yeah.
No, I felt great throughout the entire training cycle and then, as one of the tuna braces, I had a 10 k which didn't end up being a 10 k.
It was like 5.8 miles, But, I feel like that was like the first time I was like, oh, this is working.
And, so that cycle was really really great, because it just I felt like I had so much momentum going into what would then be the following fall where I wanted to run my first marathon.
是的。
Yeah.
I think that's that's a big thing that that I was thinking about sort of behind the scenes was momentum.
You know?
I knew you wanted to run a marathon eventually.
And so I wanted to get you in a position where running that marathon would be a good experience.
Right?
Like, let let's get you comfortable with certain mileage levels and long runs so that we don't spend the entire marathon cycle building that up.
You're already, like, most of the way there.
And then also, let's build some speed in in some shorter events where you can actually run the marathon at a decent clip.
And I think whenever you can run a little bit faster and spend less time on your feet out on the marathon course, you're probably going to feel better and have a better experience.
You know, one of the things that I am always struck by not only just your consistency, it's also like pretty much every run you feel good.
Like your your comments or notes about how you feel is like either good or great for almost every single run.
And before we started recording today, we were talking about your training last week.
I know it's been really hot here in Colorado.
And it was like one of the first times where you wrote next to a long run felt okay.
And I was like checking in on you, like, how was your heart rate?
You know, was the effort really high?
Like, how'd you feel?
Because you're just consistent with with how you feel, like, every day.
And and I'm curious too, even, like, as your coach, what are you doing over there to feel good every day?
Because that that seems almost too good to be true.
Like, are are you just that consistent with staying hydrated and sleeping and keeping your stress low and, you know, fueling appropriately and doing the warm ups every single time.
Are are you that much of a consistency machine that you've gotten to the point where you can just engineer a good feeling pretty much every day?
是的。
Yeah.
I mean, just about.
I feel like running in weather, particularly the heat and the wind, I think it's more of a mental thing.
I just like completely get derailed.
It's just like, oh, wow.
It's really hot.
But then I get done and I'm like, I really don't feel that bad.
But mentally, I'm like, wow, I can't wait to be done.
And I think that just like everyday life and like you said, stress levels, nutrition, all of those kind of things.
It's something I've really dialed in over the last two years, and I feel like every little aspect of my life, it's like I'm very intentional about how everything goes together and works toward training also.
And so, yeah, like when, so I have a background in like food.
I went to culinary school.
And so constantly thinking about, okay, like, how can I make this the most balanced meal and the most nutritious and also like easily digestible because you know, I'm running 10 miles and half of that's a tempo or something tomorrow?
And, you know, thinking about that part and then obviously staying hydrated and, you know, it's taken a while to find a different balance of whatever electrolytes or hydration mixes have worked for me.
But, you know, that's something like before every single run, do some kind of hydration.
And if it's longer than an hour, then, you know, be a little bit more aggressive about that.
And that definitely helps a lot, especially in the heat.
And then, yeah, getting as much sleep as I possibly can and reminding myself that like, even if I'm not necessarily tired at night, I can at least rest if I'm not sleeping.
And so just like going to bed as early as I possibly can.
And, you know, sometimes I'm much better about that than other times.
But, know, at least like trying to get a minimum of seven to eight hours of sleep every single night.
And then, you know, top of that, it's like also this fine balance and I've had to learn this just dealing with like minor tendonitis flare ups and stuff and like my feet and ankles.
You know, balancing time on feet.
And so that's something that I've also had to think about.
And luckily, know, now I have a four year old who really loves being outside.
And so I'm up here in Wyoming and a lot of times that looks like, you know, being on some rocky hill or going up on the mountains or whatever.
And actually, that has helped, just like my foot and ankle stability, so much.
And so, you know, even if it's just a few hours a week just hiking or, you know, climbing some rocky hill or walking through an uneven field or whatever that looks like.
Like, those little things every single week, start to accumulate.
And so for me, it's like ever since I started, you know, spending a little bit more time on my feet on uneven surfaces and those kind of things.
You know, I haven't really had any issues with my feet or my ankles.
And okay, as long as my fueling, both during run and in between runs is really dialed in, then I typically have really really good energy.
And so, you know, and then in addition to just getting enough rest, getting enough sleep, and thinking about those kind of things.
So like those are kind of the things that like I'm constantly thinking about and piecing together, throughout the week in between running, and, it just makes everything feel a lot better.
是的。
Yeah.
I mean, like, what you do the other twenty two, twenty three hours a day that you're not running is is almost just as important as what you're doing for your training session for that one to two hours.
And, you know, one of the many reasons I wanted to talk to you is, like, you are such a great case study of dialing in all of those little things that then make the big things possible.
Right?
You're getting the sleep.
You're you're thinking strategically about your meals.
You're really dialing in all that hydration and in run fueling, and you're reaping the rewards.
I mean, you're you're feeling good almost all the time.
I I am curious about injuries.
I I don't really think you've had any major injuries in the last two years.
They've been so minor that that, like, I'm barely remembering them.
Have you had actually, let's go back and talk about any prior injuries before we worked together.
And then did you have anything during the last two years that we have been working together?
Not anything major.
I mean, actually, so before we started working together, and I really wasn't doing that much in the way of strength training or anything, just kind of like general aches and tightness sometimes, but really no major injuries or anything.
And then in the last two years, just like a couple small tendonitis flare ups that really like haven't really derailed me or anything.
I mean, one of them was like two weeks before the marathon and I was panicking a little bit.
I'm like, man, what am I gonna do?
Like I signed up for this thing and I've been training for the last year.
And, you know, it was manageable enough that I obviously finished and, was happy with how that went.
所以
So
是的。
Yeah.
That's good.
You you've been relatively injury free.
I mean, some minor tendonitis that that's practically injury free in my book.
I mean, sort of part of the territory if you're trying to run fast, you're trying to run long, you're you're setting big goals for yourself.
You know, injuries are unfortunately kind of part of the game of becoming an athlete and and doing these kinds of challenging things.
So you ran one forty eight and a half before we started working together, and then you ran the steamboat half.
Now for for those people who aren't living in this area of the country, Steamboat Springs is a mountain town in Colorado up at altitude.
It's not an easy place to run a half marathon.
Like, it did that how did that go compared with your previous PR?
So I actually I was surprised, actually.
It was one of those runs I'm like, okay, well, it'd be the goal is to PR, like, every race I sign up for, you know, if I can.
And so I actually ran a one forty six, which I was thrilled about.
My goal was one forty five, but it was early June and it was like 70 degrees that day.
And when you're at 7,000 feet, that feels really hot.
是的。
Yeah.
That's not fun.
And so yeah.
No.
I was just thrilled with the fact that I was like, oh, I just ran a PR.
Here.
Do doing this race.
So yeah.
I certainly remember it as being like, okay.
We're not gonna get a true test of your abilities right now because you are up at altitude.
You know, you're running in steamboat, so there's gonna be some some significant elevation changes, you know, some some hilly terrain that you have to experience.
So it wasn't exactly like the fastest opportunity.
And you've since ran one thirty nine as your new half marathon PR.
That was let's see.
Was that about six months ago?
That was, like, three months ago two months the last weekend in April.
Oh, okay.
不是。
No.
Actually, far at all.
Okay.
Time flies.
对。
Yeah.
And so that that's a pretty significant improvement.
And this this was a road race.
Right?
This was not a trail race.
It was not at high altitude.
You weren't, you know, stacking the deck against yourself.
Well, it was so I did it in Loveland.
So it was still, like, 5,000 feet.
So I dropped 2,000 feet between that and the steamboat half.
And there were a lot of really, really weird, like, turnarounds.
Oh, that's right.
I remember that.
A 180 degree turns.
And so I feel like, obviously, if I would have found a just kinda straight shoot course and it wasn't at 5,000 feet, you know, it would have been faster.
But I was thrilled with that.
I mean, I was like, oh, okay.
I'll definitely break one forty five this year.
That was, like, the only goal.
Well, you certainly got that.
是的。
Yeah.
And I think, look, if you went to sea level and you ran a flat course without those harrowing a 180 degree turns, which are gonna completely sap your momentum and have then you have to reaccelerate back up to race pace, which takes more energy.
You'd probably get two or three minutes just because of the altitude, and then maybe another thirty seconds or forty five seconds for the turns.
So you could be looking at three and a half minutes or so of of additional improvement just just for a faster race at sea level, not really thinking about, you know, having to run a lot more or do harder workouts or really push your fitness to a new level.
So you at least have that in your back pocket.
You can always go down to sea level when you're in a similar shape, and you'll probably substantially run a lot faster.

I'm also curious, Kiki, basically, like, we have changed your focus over time.
Right?
Like, we don't ever really have two seasons where we're doing exactly the same thing.
You know?
We're sort of maybe doing base training.
Maybe we're training for a marathon or a half marathon or even right now, you're getting ready for a whole bunch of shorter distances this this fall.
What was that like?
Was it was it kind of strange spending an entire season focusing on a race distance like the five k?
Does it seem counterintuitive?
Because I I know your ultimate goal was to run that marathon, and and we still were kind of going all over the place with some of your goals.
So like, what what was that like for you?
So actually, as part of the marathon training last year, I did a five k for a tune up race.
And I think that was one of the most exciting races I ran last year.
And so it kind of lit this fire and, I just tucked that away and I'm like, okay.
Maybe that's what I wanna chase because I ran a 21, 26 or something like that.
I'm like, man, that's less than thirty seconds from like twenty minutes something five k.
And that seemed really exciting to me because once again, I didn't grow up running and the fastest mile I ever ran before I started running was like a ten minute mile.
And, so I was like, wow, that seems pretty pretty quick.
And I feel like, yeah, that was just really exciting to me.
And so, when I was trying to figure out what I wanted to do, I'm like, okay.
I think that maybe seeing just how much time I can shave off of a five k, should be the direction I go in for this fall.
是的。
Yeah.
Very exciting because, you know, how many races do we have scheduled for you?
Let me just check real quick.
We have, four races scheduled over the course of about two months.
You've got two five k's, a 10 k, and a mile that's coming up in less than a month.
Have you ever raced a mile?
What what is it what is it like, you know, like you said, the five k was exhilarating.
Like, I I can't wait for you to race a mile, you know, because those much shorter distances I used to think the 5,000 meters was a long event.
Like, that was a distance event.
You know, that was put onto a pedestal.
Whereas, like, the 800, the mile, the thousand, the two mile, or the three k, you You know, those those were your your normal races to to run.
And then the five k was just, oh, this crazy long distance.
So is it more exciting to to to even go down in distance for the mile?
I kind of think so.
And just because, no, I've never raced a mile before.
I've done like time trials at a local track with some friends, but I've never actually raced a mile.
And so, especially it's a road mile, and it's just a straight shoot.
So there are no turns.
没错。
And, yeah.
No.
I'm really looking forward to that.
是的。
Yeah.
And it's your first race of the season, so it's a little bit of a rust buster.
You're running an event distance that you've never run before.
So, you know, we we should go into that eyes wide open that this is a little bit of a learning experience.
We're not exactly sure how to pace this thing.
You've never done it before.
And and, you know, we'll certainly talk about that a little bit more offline, but it it it's gonna be new, exciting, maybe a little different and weird to experience, but your my hunch is that you come away from that mile, I think, appreciating and having an additional excitement for those middle distances because they they sure are fun.
I mean, they they hurt like hell when you're doing it.
It's like sticking your hand into a boiling pot of water, but you get out of there quickly.
And then you're just dazed looking around like, oh my god.
Did I just do that?
Talk to me a little bit more about the marathon that you ended up running.
So this was last fall.
What marathon was it?
What was your goal going in?
I know it was your first marathon.
So did you have a an aggressive time goal going into it, or was it more of like a, let's just kinda see how this goes?
It was definitely, let's just see how it goes.
I remember, so I ran the Portland Marathon and, in Portland, Oregon.
And I just remember you asking me, wanna hear what your goal is.
And my initial thought, I and I did not type this in the email.
But my initial thought was to not die.
Hey.
You know what?
That's totally legitimate for a first time marathoner.
I I I thought the same thing.
And so, but, we I've been training for, like, an eight twenty eight third or not eight twenty eight, thirty eight forty, pace.
So I don't know like three forty five ish maybe.
And, I don't know.
I was just like, okay.
Let's see if we can go faster than that though.
Because every single race that I had done up to that point, at least for tune up races, and everything, I had been trending ten to fifteen seconds per mile faster.
And so I was like, okay.
Well, maybe let's go closer to three forty, for that goal.
And, yeah, I ran three forty.
所以
So
是的。
Yes.
You did.
You now, you ran three forty fifty three for your first marathon, which I think which I think lines up really well with kind of where your other PRs are at.
So I I I do think it's a pretty good reflection of your abilities as a runner.
You know, you didn't you didn't have this race where you kinda crashed and burned and, you know, you didn't you weren't able to put together a good marathon.
So I'm glad to see you able to do that.
What was your recovery like afterwards?
Because I I know the first time marathon can usually be a little bit of a shock to the system, a little bit of a lengthened recovery timeline because it was so new of a stimulus.
So were you, you know, hobbling around for a while afterward?
What was that like?
是的。
Yeah.
I was pretty sore for several days.
So we were staying with my aunt and uncle.
They lived like thirty minutes outside of Portland, and they had these really steep stairs in their house.
And I just remember waking up the next morning like, I can't go downstairs.
So yeah, it was a couple days of that.
And then finally by like the third or fourth day, I was like, okay, can walk normal again.
But, yeah, it was I was pretty sore.
Well, then I had that whole thing with my foot, happened like two weeks before the tendonitis flare up.
And so that was pretty sore for like almost a month.
But other than that like, yeah, I think overall like major soreness and stuff from the marathon was pretty much completely gone after a week.
所以。
So
是的。
Yeah.
That tracks with typical recovery timelines.
Usually you feel okay about a week afterward.
I I am historically pretty conservative with post marathon return to running.
Were you frustrated a little bit with those first couple weeks where I had you running very short, telling you don't pay attention to pace.
It's not the goal right now.
Let's just keep things easy.
You know?
Because one of the things I'm very impressed by about you is that you you're really good at being strategic with effort.
You know when to just dial it back to not really even care about those performances and really just kinda, you know, jog through a couple easy runs during the week and not really care about it.
And then you're also, like, very strategic with putting in a lot of effort when it's necessary.
So so was it hard for you to to have a couple weeks where you almost didn't feel like you were training very much?
Not really.
I actually kind of appreciated it.
And part of that was just with the marathon training and having so many just like weekly mileage PRs.
And it was like, okay, like this is the farthest I've ever ran.
And then the next week it was like, this is the farthest I've ever run.
And so like, stringing, I don't know, or so weeks of that together.
I was like, okay.
It's a welcome break.
And, you know, also just looking at the big picture of everything and realizing, okay.
So this is how this goes together, and this is gonna set me up in a way where the next season is going to just go a lot smoother.
是的。
Yeah.
I think I think above all, it's just important to see that big picture and understand there's a time and a place to train really hard, and there's a time and a place to not train very hard.
Now you did mention mileage PRs.
You mentioned multiple mileage PRs.
You were running about 25 to 30 miles a week, before we started, working together.
What is that like now?
You know, you mentioned forty, forty five.
What what's the highest I've gotten you up to?
I think like 52 or 53 miles per week.
And so yeah.
About double.
So the last half marathon cycle that, I did earlier, this spring, that ended up being like, yeah, almost double the mileage of the half marathon build that I did right before I started working with you.
That's kind of exciting.
That probably gives you a lot of confidence going into a race just thinking about how much training you've done.
Oh, yeah.
Well, and just how easy 13 miles feels after your know, three weeks ago, you just got done running 18.
没错。
Exactly.
对。
Yeah.
That that's a big part of the the kind of the middle distances, you know, the, like, the 10 k, 10 miles, half marathon.
It's really important to go over the distance in training so that not only are you mentally more confident, the distance isn't as intimidating.
You're you're very much aware of what it takes to run that distance, but you also physiologically just need the miles in your legs and that kind of an aerobic development so that, you know, accomplishing the distance isn't the real issue.
It's it's like how fast can I then do this distance?
So certainly for for anyone listening who wants to run a good 10 k to half marathon, getting your long run up to a good distance is a key part of that.
Are you excited about additional mileage PRs, or do you think you're you're good with the low fifties?
I think like I think it also, depends what I'm training for.
As doing five k, 10 k right now, and the mile race getting in the high forties, low fifties feels great.
But, yeah, if I was doing another marathon, you know, getting a little bit higher than those low fifties, just to have like that extra assurance.
Because when you're running over 50 miles a week, then, you know, 26 doesn't seem quite so long.
是的。
Yeah.
That's another good point.
You can't really run a lot longer than 22 ish miles in training, you know, for your long run.
So you can't really apply that same rule to the marathon, but you can get around it with your total weekly mileage.
You know?
Like, the higher it is, just the more hardened you are for the effort that you're about to embark upon.
So it's a really good strategy.
Now I I don't want folks to think that all I do is give you massive amounts of additional mileage.
One of the specific things that I recently pushed you on is doing short reps at a pretty fast clip and and trying to make sure that you're you're averaging, like, under six minute mile pace for certain, you know, thirty second or or 200 meter type repetitions.
How do you feel about that?
Was this a little bit scary or intimidating to to really, like, let it rip up a hill or or on the track?
It kind of was at first.
I remember, because the first time I did those really fast hill reps was shortly after the marathon.
And I was like, oh, okay.
Well, you said mile pace.
So you know, I'm thinking six thirty ish going up this hill and I'm like, it was kind of hard to find that pace but you know, it's only thirty seconds.
It's hard to find a lot of paces in only thirty seconds.
And so, then I was like so worried about pacing like how how fast do I run?
Was that too fast?
Was that too slow?
And, yeah, then after that workout I remember and talking with you and just realizing, oh, okay, just go.
And, think more about like power and output versus pace.
And, so after that first workout, then it was a lot easier for me to just think about it more as like almost like a long stride and just to go fast instead of trying to find a certain pace.
对。
Yeah.
That's a good point too.
Just thinking about the type of workout and what what the real goal is behind the workout.
Like, yeah, I wrote mile pace, but that really wasn't the goal of that workout.
The goal is output, its power, its speed, it's just exerting a lot of force into the ground.
And if you're kind of worried about pace and all that, like, you you just may not really be getting to that intensity level that that what we're looking for.
So, yeah, my my goal has sort of been on either end of that pace spectrum.
You know?
Like, we're gonna challenge you with mileage.
We're gonna challenge you with long runs.
We're also gonna challenge you with short hill reps, short track repetitions that are just really fast.
And if you can do both, right, like, you can run really fast for short periods of time and you can run really long at easy efforts, you know, those are the building blocks of good racing performances, which sort of live in the middle.
You know?
It's this this moderate pace.
You know?
Even a five k pace is pretty moderate in the grand scheme of things because you're capable of running so much faster.
So, Kiki, your your progression of performances over the last two years has been pretty astounding.
You know, I think you've PR ed in I mean, the marathon, you ran your first marathon, and and you ran a really good time.
You PR'd in the half marathon by roughly eight or nine minutes.
You got your five k die time down by is that two minutes or three minutes?
I think two minutes.
Two minutes?
That's kinda substantial in such a short distance.
Have you PR ed a 10 k?
So Was this
that weird distance race that that was disappointing?
So that was one I mean, I've run a 10 k and it was 6.1 miles, so I count it.
It's close.
And, yeah, that one was actually one of my favorite races.
It's this local race and I do it every single year, and I do the 10 k because I don't like their half marathon option.
And, so that one in two years, I took like thirty seconds per mile off.
I went from, like, a seven fifty average pace.
And then last September when I ran it for, a tune up for the marathon, I ran it, with a seven twenty average pace.
I'd now now you are starting to jog my memory of all these different races over the years.
是的。
Yeah.
That was I I feel like that was one of your breakthrough races where maybe we were both a little bit surprised and and had to rethink our ultimate goals going into your goal race because, you know, this is one of the reasons why tune ups are so amazing is that they give you the greatest data possible about where your fitness level is.
And so if you're running PRs in a in a tune up race, when you're not actually training for that distance, you're not really tapering for it.
You're not doing specific workouts for it.
It's just such a great sign that you're moving in the right direction.
You should be a little bit more aggressive with your goals.
You know, you're on the improvement trajectory.
And that's just the place where I want my runners to be.
And you make it kinda easy.
You're so consistent with everything.
Cool.
Thank
you.
So Kiki, as we wrap this up, let's talk a little bit about what is next for you.
We are in a phase of training that I feel like I talk a lot about on the podcast.
We we're doing a speed cycle.
We are focusing on five k.
You're gonna get in a 10 k.
You're gonna get in a mile, but you're gonna do two five k races.
Are you able to kinda, you know, see how this would benefit a marathon in the future?
Because I feel like this is one of my big jobs as a coach is to get runners to acknowledge that fitness is fitness.
And if you can get really good in short distances, you're gonna improve your longer distance performances because it flows up from the shorter distances.
It doesn't flow down from the longer distances, your fitness level, know, and speed is always valuable as a runner.
So if you can run a fast mile, that is, you know, currency that you could use in in those longer distances.
是的。
Yeah.
不是。
No.
I'm definitely seeing that.
So the let's see.
So it would have been just over two years ago, before I started working with you.
I did a series of races over the winter and, just to kind of see where I was at.
And that's when I ran like a five kpr for that time.
And it was like, I don't know, a seven twenty five minute mile average.
And then that's when I shortly after that I ran the, one forty eight half.
And then, you know, going fast forward now to present time, just seeing that, okay, like my five k that I did for the marathon tune up was like a six fifty five minute mile average.
And, then, you know, come in six months later and run, the one thirty nine half.
And so, yeah, I can definitely see like just how and I feel like it's actually easier, to shave time off of those shorter distances because they are shorter.
And so for me, mentally, it's so much easier for me to wrap my mind around, okay.
Like, if I can just shave even a few seconds per mile off of this shorter distance race, then it's going to benefit down the road when I want to do one of the long races, like another marathon or a half marathon or whatever.
And so yeah.
是的。
Yeah.
I I think the interesting part of that is that one of one of the things is, yes, not only is it easier to run a little bit faster in a shorter event because it's a little bit more technical.
You get to really think about every part of the race and how you executed it.
And, you know, like, there's opportunities for improvement throughout the entire race and small decisions can make pretty big impacts on your overall fitness.
I'm sorry, your overall finish time.
Now the same thing is true for say a marathon, but you just you can't do it enough to see those kinds of improvements.
It's sort of like you're taking a practice exam to get into graduate school.
You could take a practice exam every day and get a little bit better every time.
You can't do that with say a marathon.
You have to wait like four, five, six months to do it.
So you're you're definitely seeing the progress of doing more of these middle distance races.
And then it kinda just keeps your your abilities firing at a really high level so that as soon as you go and step into a longer race, it almost feels a little bit easier just because you're you're you're used to such a faster pace.
You know, the the workouts are potentially a lot more challenging.
I You tend to think it's easier to go do a tempo run than it is to do a kind of an interval workout on the track.
You know, that's a little bit more stressful, at least in my mind.
So the training for a marathon might be a little bit easier.
Seeing as you are one month away from your first mile race, do you have any, like, concerns about racing this distance or, like, how to pace it?
Because I I know it's, like, it's impossible.
Usually, you talk about your pacing over the course of miles.
You know?
Like, I want my first mile to be this, and then I'll I'll get a little bit faster.
But, like, how do you break that up in one mile?
Is is that worrying to you?
A little bit.
I mean, just because, yeah, I've never done it.
And then also, I realized it's probably gonna be really hot.
It's a it's an evening race in August.
所以。
So
Yeah.
August 7, you are you are racing a a mile.
It it is gonna be hot.
What I would say is, you know, pretend it's 50 degrees.
Pretend it's cool.
By the time you're hot, you're gonna have, like, two minutes to go in the race or three minutes, and, you know, you're not you're only gonna suffer for a very brief period of time.
It it would just be somewhat intense for that.
And I will have to say too, for for anyone who might be, like, interested in in racing, say, a mile or a two mile, even an 800 or half mile, it is a little bit harder to run these short distances on the road because what happens on the track is that you break the distance down into these tiny little segments.
So you're racing the mile, you can get a 400 meter split, you know, every lap and and really dial in, you know, your even pacing or mostly even pacing.
And then, of course, you can get, like, off distance splits.
So you could have a friend at the at the 600 or thousand meter mark, and they're yelling out your split.
And if, you know, you kinda know what your splits should be based on your goal time, you can really start fine tuning how close you are or or if you're far away.
And those little changes to pace and how they get you a little bit closer to your goal are a really nice way of improving in these shorter distances because a big part of it is just learning how to pace yourself.
I mean, I guess that's true for every race, but it's a little bit more, you know, the stakes are higher in a mile because you could go out a couple seconds too fast over the first 400 meters, and your heart rate is just through the roof, and you're already, like, you know, kind of on the route to slowing down because you have just gone out so incredibly fast.
So it's it's definitely a learning experience, but I think you're gonna love it.
It's gonna be really fun.
好了,Kiki。
Alright, Kiki.
Last question.
I kinda want you to think about the whole two years of of our of our time together, what you've learned along the way.
For anyone listening who is curious about what they can accomplish with their running, how how good they might be able to become.
What are some suggestions?
Because you've really improved so much, and and I feel like you've learned a lot along the way.
And, you know, I like to joke around with my clients that I want you to learn so much that you're soon comfortable firing me and going do this by yourself.
So, like, what would you say are some of the biggest lessons that you could you could teach to our listeners?
I think for me, especially, and I just think of the last training block in particular.
At one point, you asked me, like, is there a certain kind of workout that you wanna see more?
And, I just remember thinking, okay, I don't necessarily want to say this because it's probably my least favorite workout, but that means I should be doing it more.
Are those like longer tempo runs like the four and five miles of tempo because they're just challenging.
And, I every single time I still get nervous before them.
But I think one of the things is just like the idea of getting comfortable being uncomfortable.
Because, you know, if I didn't ever do anything that challenged me, then like, what would be the point?
I wouldn't get any better.
And so to continually, you know, ask for the workouts that are challenging to me, to continually like show up and do the strength even if I don't wanna do the strength.
To just do the things that don't come natural and, to make time for those things.
And so I feel like by doing all of those things, it's really helped me not only my mindset because then I'm like, okay.
Like if I can do that, then I can get through this.
And you know, that's really helped.
And I feel like just constantly doing that.
You know, constantly being like, okay, I don't like this workout, but I'm going to do this workout.
I don't necessarily like doing this, but I am going to do this.
And, you know, all of those things that yeah, I don't necessarily love to do because they might be kind of uncomfortable or whatever.
As long as I keep doing those, like I keep seeing progress.
So, you know, that's one of my biggest things that has worked for me.
And, yeah, even though it's challenging, it's definitely been worth it.
是的。
Yeah.
And I love that because you you've certainly challenged yourself with a whole variety of different things, which I think has contributed to your success.
You know, you ran your first marathon.
You're trying to run PRs in a whole host of different types of events.
You're also challenging yourself with the training itself, you know, doing workouts that make you feel uncomfortable, hitting new mileage levels, doing short reps, you know, under six minute mile pace that you probably wouldn't have been doing by yourself.
But I gave you a little nudge to kinda, you know, let loose a little bit on some of those reps.
And I have a theory on coaching.
I'd love to just get your thoughts on this thesis of mine is that so many runners would benefit from a coach.
And I understand, you we've been talking about you working with me for about two years.
Not everyone can do that.
And I almost think a coach is is very much like a personal trainer.
You don't have to work with them for years and years and years.
Even just getting like one really good running plan for an upcoming goal race just to give you a sense of structure, to give you a sense of progression, or working with a coach for even just a couple months.
You know?
It doesn't have to be for, you know, a long period of time, but even maybe just for one single race that you're training for, maybe for three or four months.
Just to give an idea of what am I not seeing with my running that, you know, another observer coming in would be able to tell me.
And I feel like if runners gave themselves that kind of investment, even that short term, either one off or a couple month investment, I I really feel like we could we could accelerate the entire running community with their progress because you only you only need a couple ideas on how to do things, on how to tweak something, you know, to to take a little bit of a risk with your training, you know, maybe even to dial some things back and then dial other things up, you know, be a little more strategic with your effort.
And so many runners would just feel better and and probably race faster too.
So I'm curious what your thoughts are on that.
As someone who has been working with me for years, would there be benefit with a a short term approach as well?
I definitely think so.
And I I think part of the reason why is, like, I see this all the time.
So I, kind of organized this little running group here.
And we put on, you know, five or six races a year.
And you see all these people and like, they wanna show up for the races, but nobody really is training, like specifically training for anything.
And there are so many people who are like, man, I just like wish I could get a little bit faster or something like that.
And really like, I've realized it's one, not that hard.
You just need to put the work in.
And two, just you know, most average people have no idea what to run.
Distance, workouts, most people don't know, you know, what to do for strength or anything like that.
And for me, it helps, just having a coach like always lay it out because I'm just a person who's like, okay, I see that on the schedule like that's exactly what I'm doing and it just makes my life a lot easier.
And, I feel like, you know, people just even yeah, like you said, a couple months or, you know, for like one big goal race or whatever.
They took that time then just having that background knowledge then, to be able to apply that to other races, other distances, whatever, who would really benefit a lot.
Well, you're someone who I think is is kind of compounding that benefit over multiple training cycles.
You know, first it was a half marathon, then it was a five ks, then it was a marathon.
Now we're going back to the five ks.
And you're pretty much setting PRs every season.
And I know I'm glazing you a little bit, but to use some Gen Z slang, you really are a dream client.
And I love working with you.
You're so incredibly consistent.
You know, there's a phrase I like using this just relentless consistency.
And you are a model of that.
And you're seeing the the results from that.
So it's wonderful to see, Kiki.
I I so appreciate your consistency and how you show up for your own running.
Because ultimately, I mean, look, I can't care more about your running than you do.
You are the one who who has to do the work.
You're the one that has to kind of execute on a day by day basis, and I'm I'm just sort of the guide.
But you make that super easy for me, and and I just wanna thank you for that.
